The front rack is where a lot of good lifters quietly give up on front squats and cleans. The bar digs into the wrists, the fingers feel like they are about to snap back, and it never seems to get better. Here is the part most people miss: the wrist is often the victim, not the cause. Tightness in your shoulders, lats, and triceps forces your wrists to make up the difference, and they cannot. Fix the whole chain and the front rack stops being a fight.

How the front rack is supposed to feel
A good front rack does not balance the bar on your wrists at all. The weight sits on the meat of your front shoulders, with your fingers under the bar just keeping it in place. Your elbows point forward and up, high enough that your upper arms are close to parallel with the floor. In that position, the bar is supported by your body, and your hands are along for the ride.
When the rack hurts, that setup has broken down. The elbows have dropped, so the bar rolls back into the hands and wrists, and now your wrists are trying to hold the load in a bent-back position they were never meant to carry. The pain is real, but the source is usually somewhere else.
The bar should rest on your **shoulders**, held lightly by your fingers, with elbows high. If it is sitting in your palms and grinding your wrists back, your elbows have dropped and the rack has collapsed.
How much range you actually need
The front rack asks for range in several places at once, and the wrist is only one of them. Getting the full picture stops you from stretching the wrong thing for weeks.

Normal wrist extension for most people is in the region of 70 degrees, which is roughly what a comfortable rack needs. So for many lifters the wrist itself has close to enough range. The reason it still hurts is that stiffness in the shoulders, triceps, and lats stops the elbows getting high, which shoves the load onto the wrist. Chase the wrong link and you will stretch a wrist that was never the real problem.
Test your wrist alone: hold your arm out, palm down, and gently bend the hand back. If you can reach roughly a right angle comfortably, your wrist range is likely fine and the fix is higher up the chain.
The grip fix that helps most people fastest
Before any stretching, change how you hold the bar. A full-fist grip forces your wrist into deep extension and jams the bar into your palm. Most people do not need to grip the bar with a full fist in the front squat at all.
- Switch to a fingertip grip. Rest the bar on your shoulders and let it sit across the pads of your fingers, with your hands open rather than wrapped in a fist. Two or three fingers under the bar is plenty. This alone relieves most front-squat wrist pain.
- Widen your grip. A slightly wider hand spacing reduces how far your wrists have to bend back. Find the narrowest grip that lets you keep your elbows up without wrist strain, then widen a touch from there.
- Drive the elbows up and hold them there. Consciously point your elbows forward and up throughout the lift. High elbows keep the bar on your shoulders and off your wrists. Let them drop and the pain comes straight back.
In a clean you catch the bar and often need a fuller grip. But even then, once the bar is racked you can loosen the fingers and drive the elbows up. Do not try to hold the bar in a white-knuckle fist through the squat.
Mobility drills for the whole chain
With the grip sorted, add targeted mobility for the areas that actually limit your rack. Spend your minutes across the chain, not just on the wrists.
- Wrist extension on the floor. On all fours, place your palms down with fingers pointing toward your knees, and gently rock back to feel a stretch through the forearm and wrist. Ease in, never force it.
- Wrist and forearm prep. Kneel and place the backs of your hands on the floor, then the palms, rocking gently to open both directions of the wrist and warm the forearms before you load them.
- Triceps and lat stretch. Reach one arm overhead and behind, with the elbow bent, and gently draw it back. Tight triceps and lats are what pull your elbows down in the rack.
- Front rack hold with a band or dowel. Practice the rack position itself with light load, working on driving the elbows up and letting the bar sit back on the fingers. Rehearsing the position is part of building it.
- Thoracic extension over a foam roller. Keeping your upper back able to extend helps you stay tall so the whole rack does not fold forward under the bar.
Range builds like a strength adaptation, so give it weeks of consistent, gentle work, not one hard session. The grip and elbow fixes help today, the mobility keeps improving the ceiling over time.
When wrist pain is a stop sign
Most front-rack wrist discomfort is a mobility and position issue that eases with the fixes above. But not all wrist pain is the same, and some kinds are a reason to back off rather than push through.
You have sharp or pinching pain rather than a stretch, pain that lingers after training, numbness or tingling into the hand, swelling, or pain from a specific incident. These are not things to stretch through. Reduce the load, work pain-free ranges, and see a physiotherapist or doctor if it does not settle.
In the meantime, you do not have to abandon front squats. You can use lifting straps looped over the bar to hold onto instead of racking it in your fingers, or a cross-arm rack where you fold your arms over the bar. Both let you keep training the front squat while your wrists calm down and your mobility improves.
