Raise your arm straight up overhead. Feel what your upper back does. If you pay attention, your mid-back subtly straightens and extends to let the arm travel all the way up. That is not incidental. To finish an arm fully overhead, the thoracic spine, the long stretch of your upper back between your neck and your lower back, has to extend to get out of the way. When it cannot, your shoulder is forced to make up the difference, your ribs flare, and your lower back arches to fake the range. If your overhead press feels like it stalls short, drifts forward, or nags your shoulder, a stiff upper back is one of the first places to look. This is a deep dive into why, and what to do about it.
The short version
- A full overhead position needs your **thoracic spine to extend**. If it cannot, your shoulder and lower back pay the difference.
- Research found bilateral arm raising produces roughly 12 to 13 degrees of thoracic extension. That motion has to come from somewhere.

Why your upper back limits the press
The overhead press looks like a shoulder movement, and it is, but the shoulder does not act alone. Getting an arm to a true vertical position overhead is a team effort between the shoulder joint, the shoulder blade, and the spine underneath them. The shoulder blade has to rotate upward to point the socket up, and for that to happen cleanly the thoracic spine has to extend, straightening out of its natural forward curve so the ribcage and shoulder blade sit in a position that lets the arm finish overhead.
When the thoracic spine is stuck in a rounded, flexed position, which is exactly where a day of desk work leaves it, the arm runs out of runway. The body is stubborn about reaching overhead, so it finds the range elsewhere. The two classic substitutes are the lower back arching hard to tip the whole ribcage back, and the shoulder cranking into extra range it may not have. Both let you finish the rep, and both are why a stiff upper back turns into an achy shoulder or a grumpy lower back over time.
Coaches talk about the press as a chain running from the floor to the bar. The thoracic spine is a link in the middle. A stiff link there does not stay contained. It forces the links above and below, your shoulder and your lower back, to do work they were not built for.
How much extension the press actually needs
There is real measurement behind this. A systematic review of thoracic spine movement during arm elevation found that raising both arms overhead produced roughly 12 to 13 degrees of thoracic extension, and raising a single arm produced around 7 to 8 degrees, with most of the movement happening at the very top of the reach. That is the range your upper back has to contribute every time you press. If it cannot, that motion does not vanish, it gets borrowed from the joints on either side.
Separate reviews of thoracic posture and the shoulder back this up from the other direction. A rounded, over-kyphotic upper back is associated with reduced shoulder range of motion and, in some studies, more shoulder pain, partly because the hunched position tips the shoulder blade forward and pinches the space the arm needs to travel through. You do not need a perfect posture to press. You do need enough extension to reach overhead without stealing it from your back and shoulder.
How to spot a stiff upper back
You do not need a lab. A couple of self-checks tell you most of what you need to know.
- The wall test. Stand with your back to a wall, heels a few inches out, and try to raise both arms straight overhead to touch the wall, keeping your lower back flat against it (no arching) and your ribs down. If your arms cannot reach the wall without your lower back peeling away, your upper back extension is likely the limit.
- Watch your press from the side. Film a set. If the bar drifts forward, your ribs flare up and out, or your lower back arches hard to finish the rep, those are the classic signs your thoracic spine ran out of extension and the surrounding joints covered for it.
- The seated rotation check. Sit tall, arms crossed, and rotate your upper back left and right. Marked stiffness or a big difference between sides suggests a thoracic spine that does not move much, which usually tracks with limited extension too.
The goal is to reach a true overhead position with your ribs down and lower back neutral, the bar stacked over the middle of your foot. If you can only get there by arching your back or shrugging the bar forward, the upper back is where your drills should go first.
The drills that unlock extension
Thoracic range responds to the same rules as any joint. Stretching research shows a joint's range improves after about two weeks of consistent work, and a large part of the gain is your body tolerating the new position rather than tissue lengthening. So the plan is simple: visit thoracic extension often and gently, then press in that range so it sticks.
- Foam roller thoracic extensions. Lie back with a foam roller across your mid-back, hands supporting your head, and gently arch back over the roller, then move it up an inch and repeat. This mobilises segment by segment into the extension you need. Do 8 to 10 slow reps, breathing out as you extend. Keep it in the mid-back, not the lower back.
- Quadruped thoracic rotation (open book). On all fours, one hand behind your head, rotate that elbow down and under, then up and open toward the ceiling, following it with your eyes. This restores the rotation that a stiff upper back loses, which travels alongside extension. Do 8 to 10 reps per side, slow and controlled.
- Wall slides. Back to a wall, forearms on the wall, slide them up overhead while keeping your lower back flat and ribs down, then back. This trains extension and upward shoulder-blade rotation together, in exactly the pattern the press uses. Do 10 to 12 reps, never forcing your lower back off the wall.
- Bench thoracic extension stretch. Kneel, elbows on a bench, and let your chest sink toward the floor with your arms overhead, feeling a stretch through the upper back and lats. Hold 30 to 45 seconds for a couple of rounds. This lengthens the tissues that pull you into a hunch.
The most common error is faking thoracic extension by arching the lower back. Keep your ribs pulled down and your lower back quiet so the movement happens where you want it. Sharp back pain, pain shooting into the arm, or numbness is a stop sign to see a doctor or physiotherapist rather than push through.
Fold it into your pressing
Passive range you never load tends to drift back. The way to keep it is to press inside the range you just opened. Here is a simple structure to layer onto your training.

One realistic note. If a strict barbell press overhead still forces your lower back to arch even after weeks of work, you can regress the movement while you build range. A half-kneeling press or a landmine press lets you train the overhead pattern with less demand on thoracic extension, so you keep pressing without hammering your lower back. Come back to the strict barbell version as your upper back opens up.
