Most people quietly eat less protein as they age. Appetite fades, meals get simpler, and the big steak dinners of your thirties turn into a bit of toast. The problem is that your body is heading the other way. Older muscle needs a stronger push from protein to do the same job, so the years when you eat less are the exact years you need more.

The reason ageing muscle needs more
There is a specific, well-studied reason older adults need more protein. It is called anabolic resistance. In plain terms, ageing muscle listens less well to the muscle-building signal that protein and exercise send. Feed a young adult a moderate amount of protein and their muscle responds strongly. Feed an older adult the same amount and the response is weaker.
To close that gap, you need a bigger dose to get the same result. It is a bit like needing to speak louder to someone who is a little hard of hearing. The message has not changed, but you have to turn up the volume for it to land. With protein, turning up the volume means more grams, especially at each meal.
The 20 grams of protein that fully switched on muscle building at 30 may only partly do so at 70. That is why the advice for older adults shifts up, not down.
Why this is about more than muscle
It is tempting to think muscle is a vanity concern, something for people who care about how their arms look. Later in life, it is the opposite. Muscle is what lets you climb stairs, carry shopping, get out of a low chair, and catch yourself if you stumble. The slow loss of muscle with age has a name, sarcopenia, and it is one of the main reasons people lose independence.
Strength is also closely tied to how well people recover from illness, surgery, and falls. Someone with more muscle in reserve tends to bounce back faster. So eating enough protein in your later decades is not about a beach body. It is about staying mobile, staying out of hospital, and staying in your own home for longer.
The goal is not bigger muscles for their own sake. It is being able to carry your own life: stairs, groceries, grandchildren, and getting up off the floor without help.
How much protein older adults actually need
The old government minimum, 0.8 grams of protein per kilogram of body weight, was set to prevent deficiency in the general adult population. A group of researchers who focused specifically on ageing, the PROT-AGE study group, argued that this floor is too low for older adults given anabolic resistance.
Their recommendation for healthy older adults is roughly 1.0 to 1.2 grams per kilogram of body weight per day, rising to about 1.2 to 1.5 grams for those who are ill, recovering, or living with a chronic condition, unless a kidney problem means protein must be limited. If you are also doing resistance training, the higher end serves you well.

If you have chronic kidney disease, protein targets are set individually by your doctor. Do not raise your protein on your own without checking. For everyone else with healthy kidneys, higher protein has not been shown to harm kidney function.
Spread it out and hit each meal
For older adults, how you spread protein across the day matters more than it does for younger people. Because each meal has to overcome anabolic resistance, a big dose at one meal and almost nothing at the others tends to waste opportunities. Many older adults load most of their protein into dinner and skimp at breakfast, which is close to the wrong shape.
A better pattern is a proper hit of protein at each of your main meals, around 25 to 40 grams, so every meal fully switches on muscle building. Breakfast is the usual weak spot. Adding eggs, Greek yoghurt, milk, or a protein shake to your morning is one of the highest-value changes an older adult can make.
- Anchor every meal with protein. Aim for a palm-sized portion of a protein-rich food at breakfast, lunch, and dinner, not just at your evening meal.
- Fix breakfast first. Swap a low-protein breakfast for eggs, Greek yoghurt, milk, or a shake. This is often the biggest single gain.
- Use easy, soft options if appetite is low. Yoghurt, milk, cottage cheese, minced meat, fish, and shakes are gentle ways to add protein when big meals feel like too much. Plant based options work just as well: soft tofu (about 12 to 17 grams per 100 grams), a lentil or bean stew (roughly 15 to 18 grams a cup), soy milk, and soy yoghurt. Plant sources are slightly less protein-dense, so a little more on the plate closes the gap, and soy foods like tofu need no combining.
- Pair protein with resistance training. Two or three short strength sessions a week, even with bands or bodyweight, multiplies the benefit of the protein you eat.
Protein works far better with a little lifting
Protein alone helps, but it does its best work alongside resistance training. Lifting, whether that is weights, resistance bands, or bodyweight moves like sit-to-stands, is the strongest known signal for older muscle to hold on and even grow. The protein is the building material. The training is the instruction to build.
You do not need a gym or heavy barbells. A couple of short sessions a week working the legs, back, chest, and arms is enough to make a real difference to strength and balance. Combined with hitting your protein target, it is the most reliable way we know to slow the muscle loss that comes with age.
