The claim sounds tidy: your body can only use so much protein at once, so a big steak or a large shake is partly wasted. It is one of the most repeated ideas in nutrition, and it is mostly wrong. The confusion comes from mixing up two different questions: how much your gut absorbs, and how much drives muscle building in one sitting.
The short version
- Your gut **absorbs almost all** the protein you eat, whatever the amount. Extra protein is not flushed away unused.

Where the 20-gram myth comes from
The idea has a real root. Early studies gave people different amounts of high-quality protein after training and measured how much their muscle protein synthesis rose. Muscle protein synthesis is the process of building new muscle protein, and it is one of the ways researchers judge whether a protein dose is working.
In some of those studies, the muscle-building response climbed as the dose rose to around 20 grams and then flattened out. People turned that into a rule: your body can only use about 20 grams of protein per meal, and the rest is wasted. Both halves of that sentence are wrong. It is not a hard ceiling, and nothing is wasted.
A flattening of the muscle-building response is not the same as a limit on absorption. Your gut still takes in the extra protein. It is just that, for building muscle right now, adding more past a point gives smaller and smaller returns.
Your body absorbs almost all of it
Start with the simplest point. When you eat a large protein meal, your digestive system breaks it down and absorbs nearly all of the amino acids over the following hours. A big meal digests more slowly, giving your gut more time, so the protein is not passed straight through unused.
Some of those absorbed amino acids go to building and repairing muscle. Others are used across the rest of the body: enzymes, immune molecules, skin, hair, and countless other jobs. Some are burned for energy or converted and stored. None of this is waste in any meaningful sense.
"Absorbed" and "used to build muscle" are not the same. You absorb almost all the protein you eat. How much of it goes specifically toward muscle in one sitting is the narrower question the research actually studied.
How much per meal actually maximises muscle building
If the goal is to strongly stimulate muscle building at a given meal, the research points to a per-meal target scaled to your body weight rather than a flat number. A practical figure from a review by Schoenfeld and Aragon is about 0.4 grams of protein per kilogram of body weight per meal.
For an 80 kilogram person, that is around 32 grams per meal. For a 100 kilogram person, around 40 grams. Notice how a single flat number like "20 grams" cannot be right for everyone, since a larger person has more muscle to feed.

There is also direct evidence that the old ceiling was too low. In a well-run 2016 study by Macnaughton and colleagues, 40 grams of whey protein after a whole-body workout produced a larger muscle-building response than 20 grams. When you train your whole body, not just one muscle, the useful dose goes up.
So is extra protein at a meal wasted?
No. This is the part the myth gets most wrong. Even if a very large single dose does not push muscle building any higher at that moment, the protein is still absorbed and put to use elsewhere, and it still counts toward your total for the day.
And your daily total is what matters most. A large body of research shows that hitting an adequate total protein intake across the day, often cited around 1.6 grams per kilogram of body weight for people training to build muscle, is the main lever. Whether you reach that in three big meals or five smaller ones is a minor detail by comparison.
You do not have to nervously split protein into tiny, frequent doses to avoid "wasting" it. Eat protein-rich meals you enjoy, hit a sensible daily total, and you have covered the thing that actually drives results.
What to do in practice
- Set a daily target first. For building or holding muscle, roughly 1.6 grams of protein per kilogram of body weight per day is a well-supported figure. That is the number that matters most.
- Spread it across the day. Three or four meals each landing near 0.4 grams per kilogram is a comfortable, effective pattern for most people. It is a guide, not a rule to stress over.
- Do not fear a big protein meal. A large steak or a double shake is not wasted. It is absorbed and it counts toward your total. Eat the way that fits your day.
- Prioritise total over timing. If you have to choose between perfect meal timing and simply hitting your daily total, hit the total. It wins by a wide margin.
