The anabolic window is the idea that you have a short stretch of time after training, often quoted as 30 to 60 minutes, to eat protein or lose out on muscle growth. It sold a lot of shakes. When researchers actually tested it, the picture turned out to be far more relaxed, and far more forgiving, than the gym-floor version.
The short version
- The classic "30-minute window" is not supported once you match how much total protein each group eats across the day.
- Your **total daily protein** is the thing that drives muscle growth. Timing is a small detail on top of it.
- A more honest window is several hours wide, not minutes. Eating protein within a few hours either side of training is plenty.
- If you train fasted or go a long time without eating, having protein reasonably close to your session is a sensible habit, not a rescue.

Where the anabolic window idea came from
Training breaks muscle down a little and then triggers a repair process that, over weeks, leaves the muscle slightly bigger and stronger. Right after a session, your muscles are more sensitive to protein, so the logic went that feeding them straight away must matter enormously. Early studies seemed to back this up, and the supplement industry ran with it.
The trouble is that muscle stays more sensitive to protein for far longer than an hour. That heightened sensitivity lasts most of a day after a hard session. So the biology that supposedly created a narrow window is exactly the biology that makes a narrow window unnecessary.
There is a real effect where muscle responds better to protein after training. There is no evidence that it slams shut in 30 or 60 minutes. The "window" is more like a wide, slow-closing door.
What the studies actually found
In 2013, researchers pooled 23 trials that tested protein timing around training. On first pass it looked like timing helped. But there was a catch hiding in the data: the groups that ate protein right after training were usually also eating more total protein per day than the groups they were compared against.
Once the analysis accounted for that difference, the timing effect largely disappeared. In plain terms, the people who got bigger were not winning because of when they ate. They were winning because they ate more protein overall. The clock was taking credit for the plate.
This is one of the clearest examples in nutrition of a variable getting the credit for something another variable was doing. Total daily protein was the real driver. Timing was along for the ride.
A later review by the same researchers put a realistic number on the window. Rather than 30 to 60 minutes, they estimated a practical window of several hours around your session, wide enough that most people hit it without trying. If you had a meal a couple of hours before training and another within a couple of hours after, you are well inside it.
The thing that actually matters: total daily protein
If timing is a minor detail, what is the main event? How much protein you eat across the whole day. A large 2018 review found that protein supplementation added to training kept improving muscle and strength gains up to about 1.6 grams per kilogram of bodyweight per day, then flattened out.

Spreading that total across three or four meals, each carrying a decent slug of protein, is a more useful habit than obsessing over the minutes after a workout. The distribution across the day does a bit of quiet work. The exact second you swallow your shake does not.
Nailing the post-workout shake while under-eating protein for the rest of the day. That is optimising the tiny lever while ignoring the big one. Hit your daily total first. Everything else is fine-tuning.
When timing does still matter a little
Saying the window is wide is not the same as saying timing is meaningless. There are a few honest situations where getting protein reasonably close to training is a good idea.
- You train fasted. If you lift first thing with nothing in your system, and your last meal was many hours earlier, having protein soon after is sensible. You have been in a fasted state for a while, so refilling matters more.
- You go a long stretch without eating around training. If your next meal would otherwise be five or six hours after your session, pulling some protein closer helps.
- You train more than once a day. Endurance athletes and people doing two sessions have real recovery reasons to time protein and carbohydrate more carefully.
- It helps you actually eat enough. If a post-workout meal or shake is how you reliably hit your daily protein, then that habit is worth keeping for practical reasons alone.
Notice that none of these is about a magic 30-minute cutoff. They are about not going unreasonably long without protein around a demanding session. That is a much calmer rule to live by.
What to actually do
- Set your daily protein target first. Around 1.6 grams per kilogram of bodyweight per day is a solid aim if you train and want to build muscle. This is the number that matters most.
- Spread it across your meals. Three or four meals, each with a real portion of protein, beats one big hit. Your body handles a steady supply well.
- Eat protein within a few hours of training. Before or after both work. You have hours, not minutes. A normal meal near your session covers it.
- Only sprint for a shake if you trained fasted. If you lifted on an empty stomach, having protein soon after is a reasonable habit. Otherwise, relax.
- Stop watching the clock. The stress of racing a timer buys you nothing. Consistency across weeks builds muscle. A stopwatch does not.
