There are two different protein numbers, and mixing them up causes most of the confusion. One is the bare minimum to avoid deficiency. The other is the amount that actually helps you build muscle, hold onto it as you age, and stay full while eating fewer calories. They are not the same, and the gap between them is large.
The short version
- The official minimum, the recommended dietary allowance, is 0.8 grams per kilogram of body weight. That is a floor to prevent deficiency, not a target for health or fitness.
- If you train or want to keep muscle, aim for roughly **1.6 grams per kilogram**. Above that, extra protein adds little for muscle.
- A simple working range for most active people is 1.6 to 2.2 grams per kilogram of body weight per day.
- Older adults benefit from the higher end, because ageing muscle responds less strongly to protein.
- Spreading protein across three or four meals of 25 to 40 grams is easier and slightly better than piling it into one.
The minimum versus the useful amount
The number you have probably heard, 0.8 grams of protein per kilogram of body weight, is the recommended dietary allowance. It was set to be the amount that keeps almost everyone out of protein deficiency. It is a public-health floor, designed around not getting sick, not around building a strong, muscular body.
For someone weighing 70 kilograms, that floor is about 56 grams a day. It is easy to hit and easy to beat. But study after study on people who lift weights or want to preserve muscle points to a higher target. The gap between "enough to survive" and "enough to thrive" is where most of the practical advice lives.
The target that actually builds muscle
The most cited answer comes from a large 2018 review that pooled 49 studies. It found that protein helps build muscle and strength when you train, but the benefit plateaus at around 1.6 grams per kilogram of body weight per day. Beyond that point, eating more protein did not add more muscle in the average person.
Because people vary, the researchers noted the effect could stretch a little higher, so a common practical range is 1.6 to 2.2 grams per kilogram. Going well above 2.2 is not harmful for healthy people, it just tends to be unnecessary calories that could come from elsewhere.

For most people, use your current body weight. If you carry a lot of excess fat, protein needs track more closely with lean mass, so using your goal weight or a value around it keeps the number sensible rather than inflated.
When you need more, and when you do not
Older adults
As you age, muscle becomes more resistant to the muscle-building signal from protein. To get the same effect, older adults generally need to sit at the higher end of the range and make sure each meal contains a solid dose, often 30 to 40 grams. This is one of the simplest ways to protect strength and independence later in life.
Losing fat
When you eat fewer calories, higher protein does two useful things. It helps protect muscle so that more of the weight you lose is fat, and it keeps you fuller, which makes the diet easier to stick to. The higher end of the range earns its place during fat loss.
Not training at all
If you are sedentary and not trying to change your body, you do not need to chase the high numbers. Somewhere between the 0.8 minimum and about 1.2 grams per kilogram is a comfortable, health-supporting zone. More is fine, it is just not required.
Timing and spread: does it matter?
The total amount over the day matters most. That said, how you spread it makes a modest difference. Splitting your protein across three or four meals, each with roughly 25 to 40 grams, appears to support muscle slightly better than getting most of it in a single large meal.
Aim for a palm-sized portion of a protein-rich food at each main meal, then fill any gap with a snack such as yoghurt, a protein shake, or cottage cheese. Hit your daily number first. Perfect timing is a bonus, not the main event.
You do not need a supplement to reach these numbers. Whole foods such as eggs, dairy, fish, poultry, meat, beans, lentils, tofu, and soy all count. Protein powder is a convenient tool for closing a gap, not a requirement.
What your target looks like in real food
Grams per kilogram can feel abstract until you see it on a plate. The good news is that hitting a solid protein target is mostly a matter of building each meal around one clearly protein-rich food, rather than counting every gram. Here is roughly how much protein common foods deliver, so you can eyeball your day.

Say your target is 120 grams. A yoghurt at breakfast, a tuna lunch, a chicken dinner, and a handful of snacks with dairy or a shake get you there without much effort. If you eat plant based, the plan is the same: a tofu, tempeh, or bean stew dinner swaps in cleanly for the chicken. Plant sources are a little less protein-dense and lower in leucine, so eating slightly larger portions, about 10 to 20 percent more overall, and mixing a few sources closes the gap easily. Soy foods such as tofu, tempeh, and edamame are complete proteins and need no combining. Once you have built a few days you can trust, you rarely need to track every meal, you learn what your usual plates add up to.
Most people who fall short do it at breakfast and snacks. Toast, cereal, fruit, and coffee can be a big meal with very little protein. Anchoring breakfast with eggs, yoghurt, or a shake is usually the single biggest fix.
