Most people who struggle to eat enough protein are not lazy or undisciplined. They just have nothing protein-rich in the house when they get hungry. Fix the shopping list and the daily total sorts itself out. These 20 foods keep, they are cheap enough to buy on repeat, and every one of them earns its shelf space.
The short version
- Hitting your protein target is mostly a stocking problem, not a willpower problem. Keep the right things in and you will drift toward the target without trying.
- Aim for roughly 20 to 40 grams of protein per meal, which for most foods means a palm-sized to two-palm portion.
- Mix fridge, freezer and cupboard staples so you always have an option, even when you have not shopped in a week.
- Animal foods tend to be the most protein-dense per gram, but tofu, tempeh, lentils, beans and edamame carry real weight too.
Why the shopping list beats willpower
Protein is the one macronutrient most people undereat, and the reason is almost always logistics. When you open the fridge hungry and the fastest thing to hand is bread, cereal or crisps, that is what you eat. The fix is not more discipline. It is making the protein the easy choice by having it ready.
A useful rule of thumb from the research on protein distribution is to build each main meal around 0.4 grams of protein per kilogram of body weight, spread across three or four meals. For an 80 kilogram person that is roughly 32 grams per meal. The foods below are the ones that hit that mark without a scale or a spreadsheet.

The fridge staples
These are your default, no-cooking-required options. If your fridge always has three or four of these, you will rarely be caught short.

A 200 g tub of 0% Greek yogurt with a scoop of berries is about 20 grams of protein in 30 seconds with no cooking. Keep two in the fridge at all times.
The freezer stash
The freezer is where your protein safety net lives. Frozen protein does not spoil, so you can buy it when it is cheap and forget about it until you need it. Nutritionally, frozen fish and meat are essentially identical to fresh.
- Frozen chicken thighs or breast (~25 to 31 g per 100 g cooked). More forgiving than fresh because there is no use-by pressure.
- Frozen white fish or salmon fillets (~20 to 25 g per 100 g). Cook from frozen in the oven in 20 minutes.
- Frozen prawns (~24 g per 100 g). Defrost in minutes, add to anything.
- Frozen edamame or soy mince (~11 to 15 g per 100 g). Plant protein that keeps for months.
- Frozen lean mince, beef or turkey (~26 g per 100 g cooked). The base of a hundred quick dinners.
The cupboard backups
These are the shelf-stable foods that turn an empty fridge into a real meal. Tinned and dried staples cost little, last for a year or more, and quietly do a lot of the protein heavy lifting, especially on a budget.

Peanut butter, nuts and seeds are protein sources, but they are calorie-dense from fat. They are great in small amounts. If you are counting calories, do not treat a big spoon of peanut butter as a low-cost protein hit.
Putting it together across a day
You do not need all 20 at once. The point is coverage: something protein-rich for each eating slot, so no meal is a write-off. Here is one plain day built entirely from the list, landing near 130 grams of protein for an average adult.
- Breakfast. Greek yogurt with oats and peanut butter. Around 30 grams.
- Lunch. Tinned tuna or leftover chicken on a big salad or in a wrap. Around 35 grams.
- Snack. A protein shake, or cottage cheese, or a handful of edamame. Around 25 grams.
- Dinner. Frozen fish, chicken or a lentil and bean stew with a whole grain. Around 40 grams.
Notice that none of those needed a special trip or fresh ingredients. That is the whole idea. When the protein is already in the house, the target stops being a daily decision and becomes a default.
