For decades, gym lore held that you could not build serious muscle without animal protein. Meat, eggs and whey were treated as non-negotiable. Then researchers actually tested it: they took habitual vegans and habitual meat-eaters, put them through the same supervised program with protein matched, and measured muscle and strength at the end. The result is the honest starting point for this whole debate, and it is more interesting than either side likes to admit. The short answer is yes, you can. The longer answer is that plant-based muscle-building works, but it asks more of you.
The short version

The study that reframed the debate
The claim that you need animal protein to build muscle sounds intuitive. Animal foods are more protein-dense, more complete in their amino acids, and richer in leucine, the amino acid that triggers muscle-building. On paper, plants look like the harder path. So a group of researchers stopped arguing and ran the test.
In a 2021 trial published in Sports Medicine, Hevia-Larrain and colleagues took 19 habitual vegans and 19 habitual omnivores, young men who had been eating their respective diets for years. Everyone did the same 12-week, twice-weekly, supervised resistance training program. Crucially, the researchers topped up both groups' protein to 1.6 grams per kilogram of body weight per day, the amount research points to for maximising muscle gain. The vegans used soy protein to hit the number; the omnivores used whey.
No meaningful difference. Both groups gained similar amounts of muscle and similar strength. When total protein was adequate and matched, the source, plant or animal, did not decide the outcome.
That single well-run study does not settle every question, but it is backed up by broader reviews. Meta-analyses comparing plant and animal protein for muscle and strength generally find that when total protein is sufficient, the source has little effect on gains in healthy, active people. The debate, framed as plants versus meat, was asking the wrong question. The real question is total protein.
The catch hiding in the word 'matched'
Here is where honesty matters. Those results came with a condition that is easy to skim past: protein was matched and adequate. The vegans in the study did not eat a casual plant-based diet. They deliberately hit 1.6 grams per kilogram, which for an 80 kilogram person is 128 grams of protein a day, entirely from plants. That is not trivial.
Plant foods carry less protein per calorie than meat. To hit a high protein target on plants, you eat more food, more volume, and usually lean on concentrated sources like tofu, tempeh, seitan, legumes and a protein powder. Someone who goes plant-based and simply eats more salad and pasta will fall short, and then blame the diet rather than the shortfall. The study proves plants can work. It does not prove they work by accident.
Why plant protein needs a slightly different playbook
There are two real, measurable differences between plant and animal protein. Neither is a dealbreaker, but both shape how you should eat if muscle is the goal.
Lower leucine per gram
Muscle-building is switched on partly by leucine crossing a threshold at each meal, roughly 2.5 to 3 grams. Plant proteins tend to be lower in leucine, so a plant meal can carry the same total protein but reach the muscle-building trigger less strongly. The fix is simple: eat a bit more protein per meal, and favour higher-leucine plant sources like soy, which is why the study used soy protein.
Slightly lower digestibility
Scoring systems that measure how much of a protein your body can actually absorb (the Digestible Indispensable Amino Acid Score, or DIAAS) generally rate plant proteins a little lower than animal ones, partly because of fibre and anti-nutrients. Soy scores well; many single plant proteins score lower. The practical response is to combine sources across the day so their amino acid gaps fill each other in, and to nudge your total intake up.
Aim slightly higher on total protein than a meat-eater would, spread it across the day, and combine sources like soy, legumes, grains and a plant powder. That erases the two differences that matter.
How to actually do it
If you want to build serious muscle on plants, the plan is not exotic. It is disciplined. Here is the version that reflects what the evidence rewards.
- Set a real protein target. Aim for around 1.6 grams per kilogram of body weight per day, and do not be afraid to sit at the higher end since plant sources are a touch less efficient. Track it for a couple of weeks so you know what that actually looks like on your plate.
- Build meals around dense plant proteins. Tofu, tempeh, seitan, edamame, lentils, beans, and soy milk do the heavy lifting. Salads and grains are supporting cast, not the source.
- Hit the leucine threshold each meal. Aim for roughly 30 to 40 grams of protein per meal from plants, a little more than a meat-eater needs, so each meal clears the muscle-building trigger.
- Use a plant protein powder as a tool. Soy or a pea and rice blend makes hitting a high daily target far easier. It is convenience, not cheating.
- Train hard and progress the load. No diet builds muscle without the training stimulus. Progressive resistance training two to four times a week is the actual driver. The food only lets it happen.
Muscle-building aside, plant-based eaters should keep an eye on vitamin B12 (supplement it, this is not optional long term) and consider iron, omega-3 and vitamin D depending on their diet. Speak to a doctor or dietitian if you are unsure, especially when eating this way long term.
The honest verdict
Can you build serious muscle on plants? Yes. The best controlled evidence we have says a plant-based lifter and a meat-eating lifter, matched on protein and training, end up in the same place. The old belief that meat is required does not survive contact with the data.
But the evidence is not a free pass. It works because those plant-based lifters hit a high, deliberate protein target with well-chosen sources. Muscle on plants is not the default outcome of going vegan, it is the outcome of building a plant-based diet on purpose, around protein. Do that, and the plate stops being the limiting factor. What is left is the same thing that limits everyone: how hard and how consistently you train.
The question was never plants versus meat. It was always whether you hit your protein and trained hard enough to earn the muscle.
