This debate usually swings between two silly extremes: plant protein is useless, or plant and animal protein are identical. Neither is true. There is a real, measurable quality difference in a single serving. There is also strong evidence that, handled sensibly across a full day, plant eaters build muscle just as well. Both facts can be true at once.

What people mean by protein quality
When nutritionists say a protein is high quality, they usually mean three things: it contains all the essential amino acids in useful amounts, your body digests and absorbs it well, and it delivers enough leucine, the amino acid that acts as the main on-switch for building muscle.
By these measures, animal proteins like whey, eggs, and meat tend to score at the top. Many single plant proteins score a bit lower. They can be short in one or two essential amino acids, be a little harder to digest, and carry less leucine per gram. That is the honest starting point, and it is why the myth exists at all.

Per gram, in a single serving, most individual plant proteins are modestly less effective at driving muscle building than animal proteins. That part of the claim is fair.
Why the gap is smaller than it sounds
The word inferior does a lot of unfair work. A gap in a single serving of an isolated protein is not the same as a gap in what actually happens when a person eats normally for muscle.
First, not all plant proteins are equal. Soy is close to animal proteins on most measures, and is genuinely high quality. Pea protein is respectable. It is grains and some other sources that pull the plant average down.
Second, the classic weakness of plant proteins, being short in one amino acid, is easy to fix by combining sources. Grains tend to be low in lysine but fine on methionine; legumes are the reverse. Eat both across a day and the profile fills in. You do not even need them in the same meal.
Third, you can simply eat a bit more. If a plant protein is somewhat lower in leucine, a slightly larger serving closes the difference. Research on plant blends with added leucine shows the muscle-building response can be brought up to match animal protein.
Almost every disadvantage of a single plant protein is solved by one of three easy moves: pick a stronger source like soy, combine sources across the day, or eat a little more total protein.
What happens over a real day of eating
Single-serving lab measures are useful, but the question most people care about is: do plant eaters actually build less muscle? Here the evidence is reassuring.
In a 2021 trial by Hevia-Larrain and colleagues, young men followed a resistance training programme while eating either a high-protein vegan diet or a protein-matched omnivorous diet, both at around 1.6 grams of protein per kilogram of body weight per day. Both groups gained muscle and strength to a similar degree. Within an adequate, high-protein diet, the source did not decide the outcome.
This fits the wider picture. When total daily protein is adequate and sources are reasonably varied, the small per-serving quality gap stops mattering for building muscle. The people who struggle on a plant-based diet usually are not eating enough total protein, not failing because of the protein itself.
It is not that plant protein cannot build muscle. It is that plant foods are often less protein-dense, so it is easier to fall short on total protein without noticing. That is a planning problem, not a plant problem.
The honest case for animal protein
None of this means animal and plant sources are identical or that there is no reason anyone chooses meat, eggs, or whey. There are real, practical advantages worth naming.
- Convenience and density. A chicken breast or a scoop of whey delivers a large, complete dose of protein with little planning. That makes hitting a target easier.
- Higher leucine per serving. This can matter most for older adults, who need a bigger leucine hit to switch on muscle building.
- Some nutrients are easier to get. Vitamin B12, and often iron and zinc, come more readily from animal foods, so plant-based eaters need to plan these.
So the fair verdict is not that plant protein is inferior. It is that a single serving of most plant proteins is slightly less potent, and that animal foods are more convenient for hitting targets, while a well-planned plant-based diet builds muscle just as effectively.
If you eat mostly or entirely plants
- Aim a little higher on total protein. Something like 1.6 grams per kilogram of body weight per day or a touch above is a sensible target if you train and eat mostly plants.
- Lean on the stronger sources. Soy foods such as tofu, tempeh, and soy milk, plus lentils, beans, and pea protein, do most of the heavy lifting well.
- Combine across the day. Mix legumes and grains over your meals so the amino acid profile fills in. They do not need to be in the same dish.
- Consider a plant protein powder. A soy or blended pea-and-rice powder makes hitting your target easy on busy days, the same way whey does for others.
- Mind the non-protein gaps. Plan for vitamin B12, and check iron and zinc, which take more thought on a fully plant-based diet.
