You unrack the bar, press, and somewhere near the top your lower back arches hard and you lean away from the weight. It gets you the rep, but you feel it in your spine, not your shoulders. That backward lean is the single most common overhead press fault, and it is almost never a mystery. It is your body borrowing range from your lower back because your shoulders, your brace, or the load are not giving you a clean path straight up. The good news is that the arch is a habit built on a few fixable causes, not a flaw in the lift itself.
The short version
- The ache comes from leaning back to clear the bar, which puts your lower spine into a loaded, over-arched position it does not like.
- Squeeze your glutes and brace your abs before you press. This locks your ribcage down and stops the arch before it starts.
- The bar has to travel straight up past your face. Tuck your chin back so it can, then press over the middle of your feet.
- If your shoulders cannot reach fully overhead, your body will steal that range from your lower back. Overhead mobility is often the real culprit.
- Most arching is a load problem. If you can only finish a rep by leaning back, the weight is too heavy for clean form today.
Why your back arches in the first place
To press a bar overhead in a straight line, it has to pass right in front of your face. Your instinct is to get your head and chest out of the way, and the fastest way to do that is to lean your whole upper body backward. When you lean back under load, your lower spine bends into deep extension, an over-arched position, while it is holding weight. That is what you feel afterward.
So the arch is not random. It is a workaround. Your body is solving the problem of the bar is in the way by borrowing range of motion from the one place it should not: your lower back. Every fix below is really about giving the bar a clean path up so your spine never has to move to make room.
Nobody presses with a spine like a plank. A slight natural curve in your lower back is fine and unavoidable. The problem is the big, active lean backward under load that turns the press into a standing incline press against your own spine.
The fix that matters most: brace and squeeze
The overhead press braces a little differently from the squat and deadlift. Here your job is to stop your ribcage from flaring up and your pelvis from tipping forward, because that flare and tip are exactly what the arch is made of. You do it from both ends at once: glutes below, abs above.
- Squeeze your glutes hard. Before the bar moves, clench your glutes as if you were pinching a coin. This tilts your pelvis slightly under and takes the slack out of your lower back so it cannot dump into a deep arch.
- Brace your abs and pull your ribs down. Take a breath into your belly and tighten your midsection, then think about pulling your front ribs toward your hips. A braced, ribs-down torso is a rigid column the bar can travel over.
- Stay tight, top to bottom. Glutes and abs stay switched on for the whole rep. The moment they relax at the top, your ribcage flares and the arch sneaks back in.
- Press, do not lean. Drive the bar up, not your chest back. If you feel your weight shift toward your heels and your back open up, that is the fault returning. Reset and go lighter.
People obsess over the abs and forget the glutes. But a hard glute squeeze is what pins your pelvis in place. Try one press with loose glutes and one with them clenched hard. The difference in how much your lower back moves is usually obvious on the first rep.
Clear the bar path so you never have to lean
The reason people lean back is that the bar is in the way of their face. Solve that, and the urge to arch mostly disappears. The trick is to move your head, not your spine, out of the bar's path.
As the bar leaves your shoulders, tuck your chin back and slightly down, like making a gentle double chin. This pulls your face out of the way so the bar can travel straight up past it. Once the bar clears your forehead, your head moves forward through the window so it finishes stacked over your midfoot. The bar should end up over the back of your head and the middle of your feet, not out in front where it drags you into a lean.

When it is really a shoulder mobility problem
Sometimes you brace perfectly and the bar still will not go straight up without a lean. In that case the issue is often above your shoulders, not in your back. If you cannot raise your arms fully overhead with a neutral spine, your body finds the missing range somewhere else, and the nearest joint willing to give it up is your lower back.
A quick self-check: stand with your back flat against a wall, heels a few inches out, and lower back gently pressed toward the wall so you cannot cheat by arching. Now raise your arms straight overhead. If your arms reach the wall with your lower back staying put, your overhead range is fine. If your back has to peel off the wall and arch for your arms to get up there, that missing shoulder and upper-back range is exactly what you are stealing from your spine under the bar.
If overhead mobility is limited, spend a few weeks on thoracic spine and shoulder work, and press from a range you can own with a neutral spine. Forcing the bar overhead by arching harder every session just grooves the fault deeper and keeps your back sore. Build the range, then chase the load.
Load, tempo, and honest programming
Here is the uncomfortable truth: a lot of overhead-press back pain is simply too much weight. The overhead press is one of the smallest lifts most people do, so the ego gap between what you want to press and what you can press cleanly is wide. When the load is too heavy, the arch is the only way to grind out the rep, and you will do it every time no matter how good your cues are.
- Leave reps in reserve. If a set only finishes because you leaned back on the last rep or two, that set was too heavy. Stop one to two reps before your form breaks, not after.
- Try the tall-kneeling press. Pressing from a kneeling position, hips locked out and glutes tight, makes it much harder to lean back and cheat. It is a great way to teach your body the honest range.
- Slow the eccentric. Lower the bar under control for a two to three second count. Fast, bouncy reps invite the whole-body heave that ends in a lean.
- Film from the side. One clip usually shows the exact rep where your back opens up. What you feel and what happens are often different, and the video settles it fast.
If your lower back keeps arching no matter what, a seated dumbbell press with back support removes the lean entirely and still trains your shoulders hard. It is not a failure to use it while you rebuild the standing version. Many strong pressers keep both in their programme.
