The overhead press has no hiding place. There is no bounce off your chest, no help from a machine's path, no leg drive if you keep it strict. You put a bar on your shoulders and push it over your head, and it works your shoulders, triceps, and upper back while your whole trunk fights to keep you upright. That honesty is exactly why people love it and why they get it wrong. The two classic mistakes are leaning back until it becomes a lower-back exercise, and letting the shoulders take a bad path. Fix those and the press becomes one of the best upper-body builders you own.
The short version
- Set up with a grip just outside shoulder width and the bar resting on the front of your shoulders, elbows slightly ahead of the bar.
- Brace your whole trunk and squeeze your glutes so you press from a stable base instead of arching your lower back to lean the weight back.

Why the overhead press is worth mastering
The overhead press builds your shoulders, especially the front and side, your triceps, and your upper back, and it demands real full-body stability to keep you rigid while a load travels over your head. It carries over to almost anything that involves pushing something upward or holding weight overhead, and it exposes weaknesses that machines let you hide.
It is also one of the lifts where good technique pays off most, because a clean bar path and a solid brace let you press meaningfully more weight and keep your shoulders comfortable. Strength organisations recommend training the major muscle groups with progressive resistance, and the press is a compound movement that covers a lot of the upper body in one lift.

The setup: grip and rack position
Everything good in the press starts before the bar moves. Get the bar sitting in the right place on your shoulders and your grip right, and the rest gets much easier.
- Grip just outside shoulder width. Take an overhand grip a little wider than your shoulders. Too narrow and your elbows flare awkwardly, too wide and you lose pressing power. A touch outside shoulder width suits most people.
- Rack the bar on your front shoulders. Bring the bar in close so it rests on the front of your shoulders, not held out in front of you with your arms. Your wrists should stack over your forearms, not bent back.
- Set your elbows slightly in front of the bar. Point your elbows a little forward and down rather than flaring them straight out to the sides. This gives you a strong, supported starting position.
- Stand with a stable base. Feet about hip to shoulder width, whole foot planted, ready to be a solid platform. You are about to press against the ground as much as up against the bar.
If the bar is out in front of your shoulders at the start, your front shoulders take a beating and your bar path gets long. Keep the bar racked close, resting on your shoulders, so you press from strength rather than from a weak, extended position.
The brace: why your glutes and abs matter in a shoulder lift
The single most common way people wreck the overhead press is turning it into a standing incline bench. They lean their upper body back, letting the lower back arch hard, so the bar path becomes easier and the chest takes over. It moves more weight for a rep or two, but it loads your lower back and stops being a real overhead press.
The fix is bracing your whole trunk. Take a breath into your belly, tighten your abs, and squeeze your glutes to lock your pelvis underneath you. This gives you a rigid column from your shoulders to your hips so you can press the bar up without folding backward. You should finish the rep standing tall, not bent back like a limbo dancer.
Squeezing your glutes hard as you press is the simplest cue for keeping your lower back safe. It stops your pelvis from tipping and your lower back from over-arching, so the work stays in your shoulders and triceps where it belongs.
The press: bar path and lockout
The bar wants to travel in a straight vertical line, but your face is in the way. The trick is to move your head, not to press around it in a curve.
- Move your face back as the bar rises. As you begin pressing, tuck your chin and shift your head slightly back so the bar can travel straight up past your nose instead of arcing forward around it.
- Push your head through at the top. Once the bar clears your head, push your head and torso forward through your arms so the bar finishes stacked over your shoulders and mid foot, not out in front.
- Lock out fully and shrug up. At the top, straighten your arms completely and let your shoulders shrug up toward your ears. This upward rotation of the shoulder blades is healthy overhead mechanics, not cheating.
- Lower back to your shoulders under control. Bring the bar down the same straight path to the front of your shoulders, moving your head back out of the way again, and reset your brace for the next rep.
Some people are told to keep their shoulders pinned down the whole press. But your shoulder blades are meant to rotate up and elevate as your arms go overhead. Letting your shoulders shrug up at lockout is normal, healthy movement and often feels better on the joint than forcing them down.
Pressing without shoulder pain
The overhead press does not have to hurt your shoulders, and for most healthy people it is a great exercise for shoulder strength and stability. If pressing pinches or aches, the cause is usually fixable and lives in your setup rather than in the lift itself.

If the barbell version never feels right, dumbbell overhead presses are an excellent alternative. Each arm moves independently and can settle into a path that suits your shoulder, which many people find far more comfortable while still building the same muscles. Occasional stiffness that eases with a good warm up is normal. Sharp, persistent, or worsening shoulder pain, pain that lingers after training, or pain with everyday reaching is a reason to stop pressing heavy and see a physiotherapist or doctor rather than training through it.
