You have been doing 3 sets of 8 on the same lifts for months. The weight has not moved in weeks, and the sets feel more like a chore than a challenge. Before you add more volume or change your whole programme, try the simplest reset there is: pick a different rep range and force your muscles to work in a way they have forgotten.
The short version
- Muscle grows across a wide range of reps, from heavy sets of 5 to lighter sets of 30, as long as you take them close to failure.
- A stall is often your body getting comfortable. Changing the rep range gives it a new stimulus without you having to add sets or sessions.

Why muscle grows across so many rep ranges
For years people believed there was a magic window, roughly 8 to 12 reps, where muscle grew and outside of which you only built strength or endurance. The research over the last decade has mostly dismantled that idea. When sets are taken close to failure, muscle growth is similar across a surprisingly wide span, from heavy sets of about 5 up to lighter sets of 30.
That does not mean the ranges are identical in every way. Heavier loads with fewer reps skew toward strength, because you are practising producing force. Lighter loads with more reps skew toward muscular endurance and are gentler on your joints, but they demand more grit because the last few reps burn. The overlap in the middle is where most people live, and that is fine. The point is that you have room to move.
Across the useful range, what grows muscle is taking sets close to failure with enough total hard sets over the week. The exact rep number matters far less than most lifters think. That is exactly why switching the number can shake a plateau loose.
Why a switch helps a stalled lift
A plateau is rarely a sign that you have run out of potential. More often it means your body has adapted to the exact demand you keep giving it. The same load, the same reps, the same rest, week after week, becomes a problem your muscles and nervous system have already solved.
Changing the rep range hands them a fresh problem. Move from sets of 10 down to sets of 5 and suddenly the challenge is grinding a heavier bar, which recruits your nervous system differently and often lets you handle more total load. Move from sets of 8 up to sets of 15 and the challenge becomes tolerating fatigue and accumulating work, which can drive growth in muscles that had stopped responding to the heavier scheme.
There is a practical bonus too. If your joints have been nagging under heavy sets, climbing into a higher rep range with lighter loads lets you keep training the movement hard while the tissue calms down. If higher reps have started to feel like an endless slog, dropping into heavier sets can make training feel sharp and motivating again.
How to actually make the switch
You do not need to rebuild your programme. Keep the same lifts and change the target. Here is a simple way to pick a new range based on where you have been stuck.

- Pick your new target range. Use the table as a starting point. One clear shift is enough. You do not need to change everything at once.
- Reset the load to match. If you are dropping reps, add weight so the new lower number is genuinely hard. If you are adding reps, take weight off so you can hit the higher count with one to three reps left.
- Keep the effort high. Whatever the range, the last one or two reps of each set should be a real fight. A new rep number with easy sets changes nothing.
- Progress within the new range. Add a rep or a little load each week or two until you reach the top of the range, then bump the weight and start again.
- Give it three to four weeks. Adaptation takes time. Judge the switch by whether the lift is moving again after a month, not by how one session felt.
Changing the rep number but keeping the same weight, so a switch to higher reps becomes an easy warm up and a switch to lower reps becomes an impossible grind. Match the load to the range so the sets stay honestly hard.
The thing you cannot change: effort
It is tempting to treat a new rep range as the magic ingredient. It is not. The variety helps because it forces you to work hard in an unfamiliar way, but the hard work is still the active part. If you drift to two or three reps short of failure on every set, no rep scheme will save you.
A reliable way to keep yourself honest is to gauge how many reps you had left, often called reps in reserve. On your last set of a lift, if you genuinely could have done four or five more, the set was too easy for growth. Aim to finish most working sets with roughly one to three reps left, and take an occasional set right to the edge to recalibrate what hard actually feels like.
Pick a range, load it so the sets are hard, add reps or weight each week, and once you top the range, either bump the load or rotate to a new range. That loop, repeated, is most of what long term progress looks like.
