For decades gyms have taught a tidy rule: heavy weights for low reps make you strong, lighter weights for high reps make you big. It is a useful starting point, but the evidence has moved on. Strength really does prefer heavy loads. Size, it turns out, is far less fussy about the number on the bar.
The short version
- Maximal strength is built with heavy loads and low reps, roughly 1 to 6 reps per set. The nervous system learns to produce force.
- Muscle size grows across a **wide range of reps**, from about 6 up to 30 or more, as long as you push each set close to failure.

The old rule, and where it breaks
The classic "rep continuum" says something like this: 1 to 5 reps for strength, 6 to 12 for size, 15 or more for endurance. You will still see it on gym posters. It is a decent map, and the strength end holds up well. The problem is the middle claim, that you must live in the 6 to 12 zone to grow. That part has not survived closer study.
The confusion comes from mixing up two different questions. How do I get stronger and how do I get bigger are related but not the same. When you separate them, the picture gets much simpler.
Strength: heavy loads, low reps
Maximal strength is largely a skill. Lifting a near-limit weight trains your nervous system to recruit more muscle fibres at once and fire them in a tighter, more coordinated way. That practice happens best when the load is genuinely heavy, which means the reps are low, roughly 1 to 6 per set.
This is why powerlifters spend so much time in low rep ranges. They are not just building muscle, they are rehearsing the exact skill of moving a maximal load. A meta-analysis by Schoenfeld and colleagues found that heavier loads produced clearly greater gains in one-rep-max strength than lighter loads, even when the lighter training built a similar amount of muscle.
Rest also matters more here than most people expect. The American College of Sports Medicine, in its position stand on progression in resistance training, recommends longer rest for strength work, often two to five minutes between heavy sets, so the nervous system and the muscle can recover enough to produce full force on the next set. Cutting that rest short turns a strength session into a fatigue session, and the load on the bar quietly drops.
None of this means a strength-focused lifter never grows. Heavy low-rep work still builds plenty of muscle, especially in people who are newer to training. It simply builds strength more efficiently than lighter work does, because the practice of moving a near-limit load is baked into every set.
If your top goal is a bigger squat, bench, or deadlift number, spend most of your work at 85 percent of your one-rep max or heavier, in sets of about 1 to 5 reps, with longer rest between sets so each effort is fresh.
Size: effort matters more than the exact reps
Here is the finding that surprised a lot of coaches. When people train sets close to failure, muscle grows about equally whether they use heavy weights for low reps or light weights for high reps. In the same body of research, a set of 8 reps at a hard weight and a set of 25 reps at a lighter weight produced similar growth, as long as both sets were taken near the point where another clean rep is impossible.
The catch is that word "near failure". Light, high-rep sets only grow muscle if you actually push them hard. Stopping a 30-rep set at rep 20 because it burns is not the same as training it. This is why very light training gets a bad reputation: most people quit those sets long before they become a real stimulus.

So if size is the goal, the exact rep number is not the lever you think it is. The levers are how hard each set is and how many hard sets you do per muscle each week.
The thing that actually grows muscle: weekly sets
If reps are flexible, what is not? Total work. Across the research, the number of hard sets you perform per muscle per week is one of the strongest predictors of how much it grows. More sets, up to a sensible point, means more growth.
A common practical target is around 10 to 20 hard sets per muscle group per week, spread across two or three sessions. Beginners grow well at the lower end. You do not need to hit that in one brutal workout, and trying to usually just leaves you too fatigued to train the rest of the week.
There is a limit to this, of course. Adding sets helps growth up to a point, after which extra volume mostly adds fatigue rather than muscle, and can eat into your recovery. The dose-response research on weekly volume shows the trend clearly, but the numbers are averages across groups, not a personal prescription. In practice, most people find a sweet spot somewhere in that 10 to 20 set band and adjust from there based on how they recover and keep progressing.
It means you have freedom. Sore wrists on heavy days? Do more of your growth work in the 10 to 20 rep range. Short on time and joints feel fine? Lift heavier for fewer reps. Both paths grow muscle if the sets are hard and the weekly total is there.
How to choose your rep range
Match the range to your goal, then to what you can train hard and recover from.
- Chasing a strength number? Anchor your main lifts in the 1 to 6 rep range at heavy loads, and rest fully between sets. Add lighter accessory work for size and joint health.
- Chasing size or a leaner, more muscular look? Live mostly in the 6 to 15 range because it is efficient and easy to push hard. Use lower or higher reps as variety, not as a rule.
- Older, returning from injury, or joints that complain? Lean toward 10 to 20 reps with moderate weight. You get the same growth with far less strain on tendons and joints.
- Whatever you pick, progress it. Each week or two, add a little weight or a rep or two. This is progressive overload, and it is the engine behind every rep range.
