You finish a set of squats and the feedback is all wrong. Instead of the deep burn you expected in your quads and glutes, you feel a strain or an ache right in the front of your knees. It is a common complaint, and it is rarely a sign that squats are bad for your knees. Far more often it is a setup problem. The squat shares its load between two big engines, your hips and your knees, and small changes in how you stand, sit, and lean quietly decide which one takes the strain. When the balance tips too far toward the knees, that is exactly where you feel it. Understanding how that load is shared is the key to moving it back to the muscles you meant to train.

The squat has two engines
Think of a squat as a movement powered by two joints working together. Your knees straighten, driven mainly by the quads on the front of your thighs. Your hips extend, driven mainly by the glutes and hamstrings behind you. Every squat you do splits its load between these two, and the split is not fixed. It shifts depending on how you set up and move.
This matters because the front of your knee, where the kneecap glides against the thigh bone, carries load in proportion to how much knee work the squat demands and how deep you go. Research on the squat is consistent here. As the knee bends further and travels forward, the force pressing the kneecap against the joint climbs. Push the balance toward the knees and you concentrate load exactly where people feel their knee aches. Share it with the hips and you spread it out.
Feeling squats in your knees is usually not a defect in your knees. It is a sign the movement is knee dominant, sending a large share of the load to the front of the knee instead of splitting it with the powerful muscles at your hips.
What tips the load toward your knees
A handful of setup and movement choices decide how the two engines share the work. Each one, on its own, nudges the balance. Stacked together, they can turn a squat into a knee dominant movement without you noticing.

Deeper squats do raise the load through the front of the knee, but depth itself is not dangerous for healthy knees, and deep squatting builds the quads and glutes well. The problem is depth combined with a knee dominant, bouncing pattern. Control the descent and share the load with your hips, and depth is a benefit, not a threat.
The causes that hide above and below the knee
Often the reason a squat goes knee dominant has nothing to do with the knee. Two common culprits sit above and below it.
Under used glutes
If your glutes do not fire strongly to help extend the hips, the quads and knees are left to carry more than their share. Many people who sit for most of the day struggle to recruit their glutes well, so the hips stay quiet and the knees pick up the slack. Learning to sit back and drive through the hips wakes up the muscles that are supposed to take half the job.
Stiff ankles
To squat with your hips sharing the load, your shins need to angle forward a controlled amount, and that requires the ankle to bend. If your ankles are stiff, your body finds the range somewhere else, usually by driving the knees hard forward or pitching onto the toes, both of which load the knee. This is why ankle mobility work and a small heel raise, such as lifting shoes or a plate under the heels, often relieve knee ache almost immediately.
When squats bother your knees, the fix is frequently upstream at the hips or downstream at the ankles. Strengthen and engage the glutes, free up the ankles, and the knee often stops complaining without you ever training the knee directly.
How to move the work off your knees
You do not need to abandon squats or squat shallow forever. You need to rebalance the movement so your hips take their share. Work through these in order.
- Set your stance and find your balance. Feet about shoulder width, toes turned out a touch, weight balanced over your midfoot, not your toes. This is the base that lets your hips participate.
- Sit back as you sit down. Start the descent by pushing your hips back and down together, not by dropping straight down. Imagine reaching your hips toward a chair behind you. This brings the glutes and hamstrings into the lift.
- Allow a controlled forward lean. Let your torso tip forward a natural amount so your hips can load. A rigidly upright chest forces the knees to do everything. Lean with your back braced, not rounded.
- Control the bottom, no bounce. Lower under control and reverse without slamming into the bottom. If you can only reach depth by bouncing, that is loading your knees at the worst moment.
- Fix the ankles and glutes. Add ankle mobility work, try a small heel elevation, and use glute activation drills so the muscles that should share the load actually do. See a physiotherapist if the knee pain is sharp, swelling, or does not settle.
A muscular burn in the quads and glutes is the goal. Sharp, pinpoint knee pain, pain that lingers after training, swelling, clicking with pain, or a knee that gives way are different.
