The hip hinge sounds simple. Push your hips back, let your torso tip forward, then stand back up by driving your hips through. Yet it is probably the single most mangled movement in the gym. Most people bend at the waist like a folding chair, load their lower back, and never learn to use the huge muscles on the back of their hips. The good news is that the hinge is a skill, not a gift. Once it clicks, your deadlift, your Romanian deadlift, your kettlebell swing, and every heavy thing you ever lift off the floor get better and safer at the same time.

What a hinge actually is
A hip hinge is a movement where your hips move backward and forward while your spine stays in roughly the same shape the whole time. Picture closing a car door with your hips full. Your torso tips forward, but the bend happens at the crease where your thigh meets your pelvis, not in the middle of your back. The knees soften a little, but they do not travel forward the way they do in a squat.
This matters because the muscles that should power the movement, your glutes and hamstrings, only work well when the motion comes from the hips. When you bend from the waist instead, you shift the job to the small muscles and passive tissues of the lower back, which are not built to be the engine. Efficient lifting relies on hip flexion and extension rather than excessive lower back movement, and hip-dominant lifting keeps the load on the spine lower.
A squat is a knee-forward, sit-down movement. A hinge is a hips-back, tip-over movement. If your knees drift forward and your torso stays upright, you are squatting the lift, not hinging it.
Why almost everyone gets it wrong
There are three reasons the hinge goes sideways, and most people have at least one of them.
- You were taught to bend, not hinge. Everyday life teaches you to reach down by rounding your back, so under a barbell that habit shows up automatically. That default lives in your body long before you ever pick up a weight, and it does not disappear on its own.
- You cannot feel your hips move. Many people genuinely do not know how to send their hips backward on purpose. The pattern feels foreign, so the body defaults to the movement it already knows, which is folding at the waist.
- You reach for the weight instead of moving the hips. When the bar is on the floor, the instinct is to drop your chest toward it. That drives spinal flexion. The fix is to move the hips back first and let the torso follow, rather than diving at the bar.
Your shins go past vertical and your knees shoot forward, or your lower back rounds as you reach down. Either one means the movement has left your hips and gone somewhere it should not be.
The neutral spine question, answered honestly
You will hear that any back rounding is dangerous and also that rounding does not matter at all. The honest middle ground is this. Under a heavy load, a braced, roughly neutral spine is the safest and strongest position, because it lets you produce force without stressing the spine at its weakest angles. Heavy deadlifts already place large compressive and shearing loads on the lower back, so you want your spine in a stable shape when they arrive.
That does not mean a rounded spine is a guaranteed injury, and it does not mean you have to obsess over a perfectly flat back. It means neutral is the default you train, and the hinge is how you keep it neutral while still bending forward to reach the load. Spine-focused wording helps here. When people are told to lift without bending in the lower back, their spine flexes measurably less as they lift, though the effect is strongest in the upper part of the back and weaker in the lowest levels of the lumbar spine, so a hips-back cue still earns its place alongside it.
Not a rigid, arched back. A stable, braced, roughly neutral spine that holds its shape while your hips do the moving. Brace your core as if you are about to be poked in the stomach, then hinge.
The cues that fix it fast
You do not need ten cues. You need one or two that make the hips move and keep the spine still. Try these in order and keep whichever one clicks for you.
- Push your hips back to the wall. Stand a foot in front of a wall, then push your hips back until they lightly touch it. Your torso tips forward on its own. This teaches the backward hip travel that is the whole movement.
- Keep your shins near vertical. Watch your shins. In a hinge they stay close to vertical because the knees do not drive forward. If your shins tip forward a lot, you are squatting the movement.
- Run a dowel down your spine. Hold a broomstick against the back of your head, upper back, and tailbone. Hinge while keeping all three points in contact. If a gap opens under the stick, your spine is rounding.
- Feel the stretch, then drive the hips. At the bottom you should feel a stretch in your hamstrings, not a strain in your lower back. Stand up by driving your hips forward and squeezing your glutes, not by yanking with your back.

Start light. A dowel, then an empty barbell or a light kettlebell, then real load once the shape holds. The mistake is adding weight before the pattern is grooved, because heavy weight amplifies whatever movement you bring to it. If your hinge is a waist bend, more weight just means a heavier waist bend. Groove the shape first, then load it hard.
