The deadlift has a reputation for wrecking backs, and it is mostly undeserved. Done well, it is one of the best things you can do for a strong, resilient body. But there is one setup mistake that turns a safe lift into a risky one, and almost everyone who tweaks their back on a deadlift made it. The mistake is not something dramatic that happens mid-pull. It is quiet, it happens in the two seconds before the bar leaves the floor, and it sets your spine up to take load it was never meant to take. The good news is that this is a setup habit, which means it is one of the most fixable problems in the gym.

The mistake: rounding into the bar
Here is the setup that hurts backs. Someone walks to the bar, bends over with a rounded lower back to grab it, and yanks. Or they set up low, then as they start to pull, their hips shoot straight up while the bar barely moves, so their back is left almost horizontal, rounding, trying to lift the weight like a stiff-legged good morning. In both cases the spine is rounded and loaded at the same time, which is exactly the combination you want to avoid.
Why does this matter so much? Your lower back is built to stay stiff and neutral while your hips and legs do the lifting. When your lower back stays braced and neutral, the load runs through strong muscle. When it rounds under a heavy load, the stress shifts onto the discs and ligaments of your spine, structures that are far less happy taking big repeated forces in a bent position.
Laboratory work on spine tissue shows that repeated bending under load is a key ingredient in disc injury, and that even modest loads can cause damage when the spine is flexed through many cycles. Every rounded rep is a small deposit into that account. A neutral, braced setup keeps you out of it.
Why the setup decides everything
The pull itself is short. The setup is where you lock in the position your spine will hold for that pull. If you start rounded, you pull rounded, because there is no time to fix your back once the bar is moving and the load is on. This is why chasing a stronger pull rarely fixes deadlift back pain. The problem was decided before the bar left the floor.
There is a second reason the setup matters: your brace. Before you pull, you take a big breath and tighten your midsection to create pressure inside your abdomen. That pressure acts like an internal belt, helping your spine stay stiff and neutral against the load. If you rush the setup and pull before you brace, you lose that support at the exact moment you need it most.
This is not "any back rounding is dangerous." Strong, experienced lifters sometimes pull with a slightly rounded upper back on purpose, and cope fine. The risk that hurts people is a lower back that rounds and _moves_ under heavy load, especially when it happens by accident because the setup was rushed.
The fix: a setup sequence you repeat every rep
The cure for a rushed, rounded setup is a sequence you run the same way on every single rep, warm-up sets included. Doing it identically every time turns a good position into a habit you do not have to think about under a heavy bar.
- Set the bar over your midfoot. The bar should sit over the middle of your foot, roughly an inch from your shins. Too far forward pulls you into a rounded reach; this is where the position starts.
- Take your grip without moving the bar. Hinge at the hips and bend your knees to reach the bar. Keep the bar where it is. Do not let your hips drop into a squat or shoot up to yank it.
- Set your hips and lift your chest. Drop your hips to a height where your back is flat and your shoulders sit just in front of the bar. Think "proud chest." This takes the slack out and flattens your lower back.
- Tighten your lats. Imagine squeezing oranges in your armpits, or pulling the bar toward your shins. Tight lats hold the bar close and help lock your upper back so it cannot round.
- Brace, then push the floor away. Take a big breath into your belly, brace hard as if bracing for a punch, and then drive your feet down and push the floor away. The bar and your chest rise together.
If your hips shoot up first, stop thinking "lift the bar" and start thinking "push the floor away with your feet while keeping your chest up." That single change keeps your hips and chest rising together, so your legs drive the lift and your back just stays neutral and holds.
How to check your own setup
You cannot feel your own spine position reliably under load, so use these external checks. The easiest is to film a set from the side, which shows you far more than any feeling in the moment.

One more honest point about weight. Almost every setup fault gets worse the moment the bar is too heavy. If your back rounds only on your last hard reps, that is your body telling you the load has outrun your ability to hold position. Leaving a rep or two in reserve keeps every rep clean and is how strong backs are built, not broken.
When back pain means stop and get advice
Muscular soreness in your lower back for a day or two after deadlifts is normal, the same as sore legs after squats. But some signals mean you should stop and talk to a doctor or physiotherapist rather than train through it.
Sharp or shooting pain during the lift, pain that travels down your leg, numbness, tingling, or weakness in a leg or foot, back pain that does not settle over several days, or any loss of bladder or bowel control, which needs urgent care. Deadlifts are usually safe, but pain with these features is not something to coach away on your own.
For ordinary form-related aches, the answer is almost always the setup, not stopping deadlifts forever. Rebuild the position light, groove the sequence until it is automatic, and add load slowly. Most people find the lift that scared them becomes the one that makes their back feel strongest.
