Ask ten lifters for the best rep range to build muscle and most will say 8 to 12. It is a fine answer, but it is far too narrow. The honest version, from years of research comparing heavy and light training, is that muscle grows across a wide band of reps. The rep number matters much less than what you do inside the set.

The old story and where it came from
For decades the training world taught a tidy rep continuum: 1 to 5 reps for strength, 6 to 12 for size, 15 or more for endurance. The 8 to 12 window in the middle became gospel for building muscle. It is printed on gym posters and baked into countless programs.
There is logic behind it. That range lets you use a decent load, do enough reps to fatigue the muscle, and keep sessions time-efficient. But the claim underneath, that you must stay in 8 to 12 to grow, was more tradition than evidence. When researchers actually tested it, the muscle did not read the poster.
What the research actually shows
Studies comparing heavy, low-rep training with lighter, high-rep training keep landing on the same finding. When both groups take their sets close to failure, muscle grows about equally, whether the reps are low or high. A meta-analysis pooling this research concluded that hypertrophy can be achieved across a broad spectrum of loads. In plain terms, a hard set of 6 and a hard set of 25 can build a similar amount of muscle.
Muscle growth is remarkably forgiving about the exact rep number. What it is not forgiving about is effort. The set has to be genuinely hard, taken near the point where another clean rep is impossible. Get that right and a wide range of reps all work.
The same body of research draws one clear line, though. For maximal strength, the number you can lift once, heavier loads and lower reps win clearly. So the two goals do diverge: if your aim is a bigger one-rep max, live at the heavy end. If your aim is size, you have far more freedom than the old poster suggested.
What actually decides growth
If not the rep number, then what? Three things do most of the work.
- Effort, meaning how close to failure you go. A large review found growth increases the closer your sets are to failure. Most hard sets should end with roughly 0 to 3 reps in reserve.
- Weekly volume, meaning total hard sets per muscle. Up to a point, more hard sets per week means more growth. A common effective range is about 10 to 20 sets per muscle per week.
- Progression over time. The load, reps, or sets have to creep up across the months. Without progressive overload, no rep range keeps growing muscle.
Notice that the exact rep count is not on this list. It is a dial you can set to taste, not the engine. The engine is hard sets, enough of them, that get harder over time.
So which reps should you actually use
Freedom is nice, but you still have to pick a number to train with. Here is a practical way to choose, based on the exercise and how the range feels.

A sensible default is to anchor your big compound lifts, like squats, presses, and rows, in the 5 to 12 range where heavier loads are efficient and safe, and use 12 to 20 or more for isolation and machine work, where high reps are easier to push hard without straining joints. This is a preference, not a rule. Both ranges grow muscle when the sets are hard.
Heavy low reps suit stable barbell lifts. Very high reps suit isolation and single-joint work, where grinding to near failure is safer than it is on a heavy squat. Let the exercise, your joints, and your recovery guide the number, not a poster on the wall.
Putting it into practice
- Pick ranges you can train hard. If a rep range makes you cut sets short from joint pain or dread, it is the wrong range for you, no matter how optimal it looks on paper.
- Take most sets near failure. Aim to finish hard sets with about 0 to 3 reps left in you. This is the single biggest lever for growth.
- Get enough weekly sets. Build toward roughly 10 to 20 hard sets per muscle per week, spread across two or more sessions.
- Progress something over time. Add weight, reps, or sets across the weeks. Growth follows a rising demand, not a fixed one.
- Vary reps for variety, not superstition. Rotating between heavier and lighter blocks can keep training fresh and joints happy. Just do not believe any single number is magic.
