The hip thrust has a strong claim to being the single best exercise for training the glutes directly, and the research backs the hype: it lights up the gluteus maximus far more than a back squat does at matched effort. But it only delivers if the work actually lands in your glutes. Plenty of people set up, thrust up, and feel it everywhere except where they want to, in the lower back, the quads, the hamstrings. The fix is almost never effort. It is a handful of setup details that decide where the load goes before you even move.
The short version
- The hip thrust drives the gluteus maximus far harder than a squat does, which is why it is such a good direct glute builder.
- If you feel it in your lower back, you are arching and over-extending at the top. Tuck your chin, keep your ribs down, and finish flat, not arched.

Why the hip thrust is so good at hitting the glutes
Most leg exercises train the glutes as part of a bigger movement. The hip thrust is different: it puts the resistance right where the glute is strongest, at the top of hip extension, when your hips are straight and your glutes are fully squeezed. Squats and lunges load the glute most when it is stretched at the bottom, but they ease off exactly where the glute contracts hardest. The hip thrust keeps loading it there.
This shows up clearly in the research. When researchers measured muscle activity in the back squat and the barbell hip thrust at matched effort, the hip thrust produced far greater gluteus maximus activity, both the top and lower portions, along with more hamstring involvement. The two exercises loaded the quads about equally. In plain terms: for training the glutes specifically, the hip thrust is doing something a squat simply does not.
This is not squats versus hip thrusts. Squats build the glutes and quads through a deep stretch, hip thrusts hammer the glutes at full contraction. Doing both trains the muscle across its whole range. The hip thrust is the specialist you add, not a substitute for your main lifts.
The setup that decides everything
More than almost any other lift, the hip thrust is won or lost before you move. Get the bench height, bar position, and foot placement right, and the glutes get loaded automatically. Get them wrong, and no amount of squeezing sends the work to the right place.
- Set the bench at shoulder-blade height. Sit on the floor with your upper back against a sturdy bench so its edge lands roughly where the bottom of your shoulder blades are. Too high and you over-arch, too low and your range shrinks. Around the bottom of the shoulder blades is the sweet spot for most people.
- Position the bar in your hip crease. Roll the loaded bar over your legs until it sits in the fold of your hips, not up on your belly. Use a thick pad or a folded mat so it does not dig in. The bar over the hip crease is what lets your hips do the lifting.
- Plant your feet so your shins finish vertical. Set your feet flat, about hip to shoulder width, and here is the key: walk them out or in until, at the top of the rep, your shins are straight up and down. Vertical shins at lockout is the single best marker that your feet are placed to load the glutes.
- Get your weight into your heels. You should be able to lift your toes slightly at the top. Driving through your heels keeps the glutes and hamstrings in charge. Pushing through the balls of your feet drags the quads in.
If you only remember one setup cue, remember this: at the very top of the rep, your shins should be vertical. If your knees are out past your ankles, your feet are too close, walk them away from you. If your shins angle back toward you, your feet are too far, bring them in. Vertical shins put the glutes in the driver's seat.
If you feel it in your lower back
This is the most common complaint, and it almost always comes from the same thing: you are finishing the rep by arching your lower back instead of by squeezing your glutes. At the top, people crank their hips up and over by throwing their spine into a big backbend, which turns a glute exercise into a lower-back exercise.
The fix is to change what the top of the rep means. Full hip extension is your hips coming to straight, not your spine bending backward past straight. Two cues make this click.
- Tuck your chin and look forward, not up. Fixing your gaze on a spot ahead of you, chin slightly tucked, stops your whole torso from tipping into extension. Where your eyes go, your spine tends to follow.
- Keep your ribs down and finish flat. Think about pulling your front ribs toward your hips and squeezing your glutes to raise the bar. At the top your body should be a flat line from knees to shoulders, not an arch. If your lower back is doing the work, you have gone past a straight line into a backbend.
People assume a bigger range means a better rep, so they arch to squeeze out extra height. But once your hips are straight, thrusting higher just bends your spine and loads your lower back. Stop at a flat, fully squeezed lockout. The best rep looks like it stops a little short of what your back could force.
If you feel it in your quads or hamstrings
The other two misfires are easy to diagnose from your foot position. If you feel the hip thrust mostly in your quads, your feet are too close to your body, so your knees drive forward and your thighs take over. Walk your feet away from you until your shins are vertical at the top, and the load shifts back to the glutes where you want it.
If you feel it mostly in your hamstrings, especially near cramping, your feet are usually too far out in front, so your hamstrings are pulling hard to extend the hip. Bring your feet in a little, again aiming for vertical shins at lockout. A touch of hamstring involvement is normal and fine, the research shows the hip thrust does recruit them, but they should not be the star of the show.

The squeeze is the exercise
Here is the mental shift that fixes more hip thrusts than any cue about inches or angles: the hip thrust is not about how high the bar goes, it is about how hard you contract your glutes at the top. The movement is a means to an end, and the end is a full, deliberate glute squeeze under load.
So on every rep, drive up through your heels, bring your hips to a flat, straight line, and then squeeze your glutes as hard as you can and hold it for a full second before lowering under control. That pause at the top, with an intentional contraction, is where the exercise earns its reputation. Lower slowly, feel the stretch at the bottom without resting the bar down, and go again. Weight matters, but a hard squeeze on a moderate load beats a heavy bar you fling with your back every time.
If you genuinely cannot feel your glutes working, start lighter than your ego wants. Do a few sets of bodyweight glute bridges, pausing and squeezing hard at the top, until you can reliably feel the muscle switch on. Then take that same squeeze to the loaded hip thrust. The mind-to-muscle link is a skill, and it is trainable.
