The Romanian deadlift, or RDL, is not a deadlift you pull off the floor. It is a hip hinge you own from the top down. Done well it loads your hamstrings and glutes under a long stretch, which is exactly the position that builds them. Done badly it becomes a rounded back squat morning that you feel in your lower spine. The difference is not strength or genetics. It is understanding one movement, the hinge, and letting the bar follow your body instead of the other way round.
The short version
- The RDL is a hip hinge: you push your hips back and let your torso tip forward, rather than squatting the weight down.
- Your knees stay slightly bent and mostly still while your hips do the moving. This is what forces the hamstrings to work under stretch.
- Stop the descent when your hamstrings run out of stretch, not when the bar reaches the floor. Depth is set by your flexibility, not a target.
- Keep the bar close to your legs the whole way and your back flat. A rounding back is the single most common fault.
- The RDL trains the biceps femoris and semitendinosus, the two main hamstrings, harder than most other deadlift variants.
What the RDL actually is
A conventional deadlift starts on the floor and is a full pull. The Romanian deadlift starts at the top, from standing, and is a controlled lower and lift. You unrack or deadlift the bar to standing, then hinge down until you feel a strong stretch in your hamstrings, then drive your hips forward to stand tall again.
The key word is hinge. You are not bending your knees to lower the bar like a squat. You are pushing your hips backward, letting your torso tip forward as a near straight line, while your knees stay only slightly bent. Picture reaching your backside toward a wall a step behind you. That backward hip travel is what loads the hamstrings and glutes instead of the quads.
If your knees travel forward and your hips drop straight down, you have turned the RDL into a squat and taken the load off your hamstrings. The cue that fixes almost everything: hips go back, not down.
Why it is so good for hamstrings and glutes
Your hamstrings cross two joints. They bend your knee, and they extend your hip. The RDL trains the second job, hip extension, while your knee stays mostly locked in place. That combination puts the hamstrings under a long stretch as you descend, and muscles worked hard through a stretched position respond well to that.
A 2020 systematic review in PLoS ONE that pooled the electromyography research on deadlift variants found the Romanian deadlift produces high activation of the biceps femoris and semitendinosus, the outer and inner hamstrings, with the gluteus maximus assisting as a strong supporting player. In plain terms: it is a hamstring lift first, a glute lift close behind, and a back lift only if you let it become one.
How to do it step by step
Start light. The RDL rewards control, not ego, and a moderate weight moved cleanly beats a heavy one that rounds your back.
- Stand tall with the bar at your thighs. Feet about hip width, bar touching or close to your legs, shoulders back, a soft bend in your knees. This is your start and finish position.
- Brace and unlock your hips. Take a breath into your belly and tighten your midsection. Begin by pushing your hips straight back, not by bending forward from the waist.
- Let the bar slide down your legs. As your hips travel back, your torso tips forward and the bar glides down your thighs and shins, staying in contact or very close. Your back stays flat throughout.
- Stop at your stretch, not the floor. When you feel a firm stretch in your hamstrings and your back is about to round, that is your bottom. For most people the bar reaches somewhere between the knee and mid shin.
- Drive your hips forward to stand. Squeeze your glutes and push your hips toward the bar to return to standing tall. Do not overextend or lean back at the top.
If the bar drifts away from your legs, the load swings onto your lower back. Keeping the bar dragging lightly up and down your thighs and shins keeps the weight over your hips where it belongs.
How low should you go?
This is where most people either cheat themselves short or push too far. The honest answer is: as far as your hamstrings will stretch while your back stays flat, and no further. Your flexibility sets the depth, not a rule that the plates should touch the ground.
For someone with average flexibility the bar ends up around the middle of the shin. For someone very flexible it might reach the floor with a flat back. For someone tight it might stop just below the knee. All three are correct RDLs if the back stays neutral and the hamstrings are doing the work. The moment your lower back rounds to reach lower, you have gone past your useful range and started loading your spine.

If a fault will not clear, film a set from the side. The hinge is a movement you can feel wrong and still not see wrong until the video shows you. A single clip usually points straight at the problem.
