The deadlift is the simplest lift to describe and one of the easiest to do sloppily. This is the complete setup, execution, and troubleshooting guide for a strong, repeatable conventional pull.

Pick a heavy thing up off the floor and put it down. That is the whole deadlift, and it is one of the best strength builders there is because it loads nearly your entire back side at once. The trouble is that a lift this simple hides a lot of small details, and getting them wrong is how people end up sore in the wrong places or plateaued for months. This guide walks through the setup, the pull, and the mistakes that quietly cost you, so you can build a deadlift that is strong, honest, and repeatable.

What the deadlift trains and why it is worth it

The conventional deadlift is a hip hinge under a heavy bar. You bend at the hips and knees to reach the floor, then stand up by driving your hips forward. Because the whole rear of your body works to straighten you against the load, one lift trains a huge amount of muscle at once.

  • Glutes and hamstrings, which extend your hips to bring you upright, the main engine of the lift.
  • Back muscles, the erector spinae down your spine and the lats and traps up top, which hold your torso rigid so force transfers to the bar.
  • Grip and forearms, because you are holding the entire load in your hands.
  • Core, which braces to keep your spine stable under the weight.
Why it belongs in your training

Few movements build the posterior chain and raw pulling strength like the deadlift, and it carries over to everyday life every time you pick something heavy off the ground. Learn to do it well and it pays back for years.

The setup, step by step

Most deadlift problems are setup problems. Get into the same strong position every time and the pull mostly takes care of itself. Do these in order.

  1. Stand with the bar over your mid foot. Feet about hip width, toes slightly out. The bar sits over the middle of your foot, roughly an inch from your shins, not touching yet. This is the single most important reference point in the whole lift.
  2. Hinge down and take your grip. Push your hips back and bend to reach the bar without moving it forward. Grip just outside your legs, hands about shoulder width. A double overhand grip is fine to start; a mixed grip or straps help once the weight outgrows your hands.
  3. Bring your shins to the bar. Bend your knees until your shins lightly touch the bar. The bar should not move forward to meet you. If it rolls away, reset your hips instead of chasing it.
  4. Set your chest and back. Lift your chest, pull your shoulders down and back, and think of making your back flat and rigid from hips to head. Your hips will sit somewhere between your knees and shoulders, higher than a squat.
  5. Take the slack out and brace. Pull gently up on the bar until you feel it engage against the plates, a soft click, without lifting it. Take a big breath into your belly and brace your core hard, as if about to be pushed. Now you are ready to pull.
The mental cue that ties it together

Before every rep, think bar over mid foot, chest up, take the slack out. Those three checks catch most setup errors before they cost you a rep or a tweaked back.

The pull and the lockout

With a good setup, the pull is short to describe. Drive the floor away with your legs, keep the bar dragging up your body close to your legs, and stand tall.

Off the floor, think of pushing the floor down with your feet rather than yanking the bar up with your back. Your hips and shoulders should rise at the same rate, keeping your back angle steady. As the bar passes your knees, drive your hips forward into the bar. Finish standing tall with your glutes squeezed, hips fully through, and shoulders stacked over them.

To lower, hinge your hips back first and let the bar travel down close to your legs, controlling it rather than dropping it. Reset your position fully before the next rep. Rushing the reset is where good technique quietly falls apart under fatigue.

Do not do this at the top

There is no need to lean back or hyperextend at the lockout. Standing fully upright with your hips through and glutes squeezed is a complete rep. Leaning back stresses your lower spine for no benefit.

About your lower back

A hard round of the lower back under a heavy bar is worth respecting. Under maximal loads the spine tends to flex more, so keep most working sets at a load where you can hold a stable, braced back. If you have a diagnosed back problem or you feel pain, not just effort, stop and speak to a clinician before loading heavier.

Getting stronger safely

The deadlift responds well to patient, steady loading. You do not need to test your limit often to get strong at it.

  • Train it once or twice a week with a handful of quality sets, most of them at a weight you can move with clean form.
  • Add small amounts over time. Nudging the bar up a little each week or two beats big jumps that break your position.
  • Warm up progressively, building from an empty bar in a few sets to your working weight so your body and pattern are ready.
  • Leave reps in reserve on most sets, stopping before form degrades rather than grinding ugly reps that teach bad positions.

A strong deadlift is built from hundreds of clean, well set up reps, not a handful of heroic ones. Groove the setup, keep the bar close, brace hard, and add weight slowly. That is the whole game.

Is the deadlift bad for your back?
Done with a braced, stable spine and sensible loads, the deadlift builds a stronger back rather than harming it, and it teaches a safe way to lift heavy things in daily life. The risk rises when the lower back rounds hard under maximal loads or when weight is added faster than your body adapts. Keep most sets at a controllable load, and if you have a diagnosed back problem or feel pain, get individual advice from a clinician.
Should my back be completely flat when I deadlift?
Aim for a neutral, rigid spine that does not change shape as you pull, rather than obsessing over a perfectly flat line. Small individual differences are normal. What you want to avoid is a large rounding of the lower back that increases under load, which becomes more likely as weights approach your limit.
Where should the bar be when I set up to deadlift?
Over the middle of your foot, roughly an inch from your shins before you bend down. This is the reference point for the whole lift. The bar should stay over mid foot as you pull and travel in a nearly straight vertical line, staying close to your legs the entire way.
Why do my hips shoot up first when I deadlift?
