People argue about conventional versus sumo as if one is real lifting and the other is a shortcut. That framing misses the point. Both pull the same bar off the same floor, and both are competition legal in powerlifting. What they actually do is spread the work across your body in different ways. A wide sumo stance shortens the distance the bar travels and stands you more upright, while a narrow conventional stance lengthens the pull and leans you further forward. Once you understand that trade, the question stops being which is better and becomes which fits the way you are built.
The short version
- Neither stance is superior. They load your hips, back, and quads differently, so the right one depends on your body and goals.
- Sumo uses a wide stance and upright torso. The bar travels a shorter distance, and your quads and inner thighs do more of the work.
- Conventional uses a narrow stance and more forward lean. It has a longer range of motion and leans harder on your back and hips.
- Long legs and a short torso often favour sumo. Long arms and strong hips often favour conventional. Test both honestly.
- You do not have to marry one. Many lifters train both to build a more complete posterior chain.
What actually changes between the two
The only real difference is where your feet and hands go. In a conventional deadlift your feet sit roughly hip width and your hands grip outside your legs. In a sumo deadlift your feet are wide, toes turned out, and your hands grip inside your legs. Everything else that feels different flows from that single change.
Widening your stance does two things at once. It drops your hips closer to the floor and turns your thighs outward, which lets your torso stay more upright. It also brings your shoulders closer to the bar, so the bar has less distance to travel. A wide sumo pull moves the bar through a noticeably shorter range of motion than a conventional pull, which is one reason the same person can sometimes lift a touch more sumo.
Conventional does the opposite. Your hips sit higher, your torso leans further forward, and the bar travels a longer path from floor to lockout. That longer lever through the hips is why conventional is often described as the more back and hip dominant version, even though both lifts train the whole posterior chain.
How each stance shares the work
Both lifts hammer your glutes, hamstrings, back, and grip. The differences are real but smaller than the internet suggests. When researchers measured muscle activity in both styles, the clearest finding was in the quadriceps: the vastus lateralis and vastus medialis, the muscles on the outside and inside of the thigh, worked harder in the sumo deadlift than in conventional.
The back muscles are closer than people assume. In that same body of work, the erector spinae along the spine showed little to no difference between the two, though the more upright sumo torso does tend to reduce how far your spine has to fight to hold position. So the honest summary is: sumo shifts a little more toward the quads and inner thighs, conventional asks slightly more of the hips and back through a longer range, and both build a strong pull.

Both stances train nearly the same muscles. If you enjoy one far more than the other, that preference is worth more than the small activation differences on paper, because the stance you actually train hard is the one that builds you.
How your build tilts the choice
This is where the real answer lives. Your limb lengths and hip anatomy change which stance feels powerful and which feels like a fight. Nobody can tell you your best stance from a photo, but a few patterns show up again and again.
- Long legs and a short torso often make conventional feel awkward, because you have to fold a long way forward to reach the bar. Sumo lets you stay more upright and often feels stronger.
- Long arms shorten the effective range of a conventional pull, since your hands reach the bar sooner. Many long armed lifters pull conventional comfortably.
- Strong, mobile hips that open wide make sumo click. If sitting into a deep wide stance feels forced or pinchy, your hips may prefer conventional for now.
- Ankle and hip mobility matter for sumo. The wide stance asks your hips and ankles to allow the knees to track out over the toes.
Warm up and pull a moderate set in each stance. Notice which one lets you keep a flatter back, drive smoothly off the floor, and feel the muscles you expect. That felt sense is more useful than any rule about your proportions.
Matching the stance to your goal
Your reason for deadlifting can settle a close call. There is no wrong choice here, only a better fit for what you want.

One myth worth retiring: sumo is not cheating. It is a legal, well studied lift that simply distributes effort differently. Calling it easier ignores that a heavy sumo pull is brutal off the floor, where the shorter range is hardest to break. Pick the lift that fits your body and goal, then work it honestly.
How to test and choose without guessing
You do not have to decide forever today. Spend a couple of weeks giving each stance a fair trial, then commit to one as your main lift and keep the other as an accessory if you like it.
- Learn each stance light. Spend a session grooving conventional and a session grooving sumo with a load you can move cleanly. Film a set of each from the side so you can compare a flat back and a smooth bar path.
- Match the range of motion. In sumo, set your feet so your shins are close to vertical and your knees track out over your toes. In conventional, set the bar over your mid foot with shins lightly touching it before you pull.
- Compare how each feels heavy. Work up to a hard set of five in each over the next couple of weeks. Note which one lets you hold position and drive off the floor, and where you feel it the next day.
- Pick a main and progress it. Choose the stance that felt strongest and cleanest as your primary deadlift. Add small amounts of weight over time rather than chasing big jumps.
- Keep the other as a tool. Train the non chosen stance now and then to round out your legs, hips, and back. Variety here is a bonus, not a distraction.
Switching stances every session because your numbers stall. Deadlift progress comes from consistent practice and gradual loading, not from constantly hopping between styles. Pick one, give it months, and let the strength accumulate.
