Walk down the supplement aisle and magnesium looks like a dozen different products. It is not. It is one mineral, magnesium, bound to a dozen different partner molecules that change how well your gut absorbs it and how it sits with your stomach. That partner is the only real difference between most of these bottles. Once you understand that, the choice gets simple: get enough elemental magnesium in a form your body absorbs and your gut tolerates, and ignore the rest of the label copy.
The short version
- Every magnesium supplement is the same mineral bound to a different partner. The partner changes absorption and gut tolerance, not much else.
- Magnesium oxide is cheap and packs a lot of magnesium per pill, but your gut absorbs only about **4 percent** of it, so most of it just draws water into the bowel.

Why the form on the label matters at all
Magnesium is a mineral your body cannot store in large amounts, so you have to take it in regularly. It is involved in hundreds of enzyme reactions, from making energy to muscle and nerve function. When people talk about magnesium forms, they are really talking about what the magnesium is chemically attached to. Bind it to oxygen and you get magnesium oxide. Bind it to citric acid and you get magnesium citrate. Bind it to the amino acid glycine and you get magnesium glycinate, sometimes labelled bisglycinate.
That partner does two things. It decides how much of the pill is actually magnesium, called the elemental content, and it decides how well your intestine can absorb it. Those two often pull in opposite directions. Oxide is mostly magnesium by weight, which looks great on the label, but your gut barely absorbs it. A well-absorbed organic form may contain less magnesium per pill yet deliver more into your blood. The number that matters is not the pill size, it is how much usable magnesium reaches you.
Look for the elemental magnesium figure, usually in brackets, not the total weight of the compound. A 500 milligram magnesium citrate tablet does not give you 500 milligrams of magnesium. It gives you the smaller elemental amount, which is what your daily target is measured in.
The absorption story, in plain numbers
The single most useful fact about magnesium forms comes from a classic comparison of commercial preparations. It found that magnesium oxide had a fractional absorption of only about 4 percent, while organic and more soluble forms such as chloride, lactate and aspartate were absorbed several times better. A later crossover trial confirmed the pattern for the two forms people buy most, showing magnesium citrate raised blood and urine magnesium more than magnesium oxide at the same dose.
The reason is solubility. Organic salts dissolve more readily in the small intestine, so more magnesium is freed up to cross into your body. Poorly soluble oxide largely stays in the gut, where it draws water in and moves things along. That is why cheap high-dose oxide can give you loose stools while doing little for your actual magnesium level.

A better-absorbed form matters most if you are trying to correct a shortfall efficiently. If you simply take a modest daily dose and your gut is happy, even a partly absorbed form over time can be fine. Consistency and total intake matter more than chasing the perfect molecule.
The main forms, and what each is genuinely for
Magnesium oxide
The budget option, and the one behind many supermarket tablets. It is poorly absorbed, so as a general top-up it is a weak choice. Where it earns its place is as a short-term laxative, because the unabsorbed magnesium pulls water into the bowel. If your goal is to raise your magnesium level rather than to move your bowels, it is usually the wrong pick.
Magnesium citrate
The workhorse. Well absorbed, widely studied, inexpensive, and easy to find. It has a mild laxative effect at higher doses, which is a bonus if you tend toward constipation and a minor nuisance if you do not. For most people asking which magnesium to take, citrate is a defensible default answer.
Magnesium glycinate (bisglycinate)
Magnesium bound to glycine, an amino acid. It is well tolerated and less likely to loosen your stools, which makes it the go-to when oxide or high-dose citrate upsets your stomach, or when you take magnesium in the evening. Claims that the glycine itself calms you or fixes sleep are plausible but not strongly proven, so treat the gentleness as the real selling point and the calm as a maybe.
Magnesium malate
Magnesium bound to malic acid. Well absorbed and easy on the gut. It is sometimes marketed for energy or for fibromyalgia-type fatigue, but the evidence for those specific claims is thin. Think of it as another solid, tolerable organic form rather than a special performance product.
Magnesium L-threonate
The premium, heavily marketed one, sold for memory and brain health because early animal work suggested it raises magnesium in the brain. Human evidence is still limited and small in scale. It is fine to try if you are curious and do not mind paying more, but be honest that you are betting on preliminary science, not a settled result.
Sulfate, chloride and others
Magnesium sulfate is Epsom salt, used in baths and, medically, by injection. Chloride is a well-absorbed form found in some drops and lotions. Skin absorption claims for sprays and bath soaks are weak, so if you want to raise your level, oral is the reliable route.
Food first: you may need less than you think
Before any bottle, magnesium is abundant in ordinary food, and much of it is plant food. Pumpkin seeds, almonds, cashews, black beans, edamame, tofu, spinach, wholegrains and dark chocolate are all strong sources. A day that includes a handful of nuts or seeds, some beans or tofu, a wholegrain, and leafy greens goes a long way toward the target on its own. This is one nutrient where a plant-rich plate does the heavy lifting naturally.

The adult target is roughly 310 to 420 milligrams a day, higher for men than women. Genuine deficiency from diet alone is uncommon in healthy people, but intakes below the recommended amount are widespread, and certain groups are more at risk, including older adults, people with type 2 diabetes, heavy drinkers, and anyone on long-term stomach acid or diuretic medication. If you eat well, a supplement is a small top-up, not a rescue.
How to actually choose and dose
- Start with food. Build a few meals around seeds, nuts, beans, tofu, greens and wholegrains. Many people close most of the gap here without a pill.
- Pick an organic form by default. Citrate for most people, glycinate if your gut is sensitive or you take it at night, malate as an equally fine alternative. Skip oxide unless you specifically want its laxative effect.
- Check the elemental dose. A supplemental 200 to 400 milligrams of elemental magnesium a day is a common, sensible range on top of food. More is rarely needed and raises the chance of loose stools.
- Watch your gut and adjust. Loose stools mean the dose or form is too much for you. Drop the dose or switch to glycinate. Split the dose across the day if a single one is too much.
- Talk to a clinician if a condition or medication applies. People with kidney disease should not supplement magnesium without medical advice, because they clear it poorly. Magnesium can also interact with some antibiotics and other drugs.
For almost everyone, the right answer is food plus, if needed, a modest dose of citrate or glycinate. The exotic forms are mostly a more expensive way to take the same mineral. Buy on absorption, tolerance and price, not on the story on the front of the box.
