The supplement industry is enormous, and most of it runs on hope rather than evidence. Walk into any shop and you will see hundreds of tubs promising more muscle, less fat, better sleep, and more energy. The uncomfortable truth is that the number of supplements with solid, repeated evidence behind them is tiny. The good news is that the ones that do work are cheap, safe, and boring, which is exactly what you want. Here is the honest split between what is worth your money and what is selling you a feeling.
The short version
- Only a handful of supplements have strong, repeated evidence: **creatine**, **protein powder** as a convenient food, and **caffeine** for performance.
- A second group is worth it only if you are actually short, mainly vitamin D, omega-3, and vitamin B12 for people eating little or no animal food. Test or assess first, do not guess.
- Most of the aisle is not worth it: fat burners, testosterone boosters, BCAAs, and greens powders rarely do what the label implies.
- The winners are cheap. Creatine costs pennies a day and is one of the most studied sports supplements there is.
- No supplement fixes a poor diet, poor sleep, or a plan you do not follow. Those come first, every time.
Why the aisle is mostly theatre
Supplements are sold on stories. A tub promises energy, focus, or a leaner body, and the promise feels worth twenty of your currency units even if the evidence is thin or missing. Because most supplements are regulated loosely compared with medicines, a product can reach the shelf without ever proving it does what the marketing implies. That gap between claim and proof is where most of your money disappears.
This is not a reason to trust nothing. It is a reason to be picky. A small set of supplements has been tested many times, by independent researchers, with results that hold up. Those are worth buying. Nearly everything else is optional at best, and at worst it is an expensive way to feel like you are doing something. The trick is knowing which is which before you pay.
A supplement is worth your money only if it has repeated, independent evidence behind it and it fills a real gap for you. Miss either half and you are buying a story.
The short list that earns its place
Start here, because for most people this is the whole list. Three supplements have enough good evidence to recommend without hedging, and all three are inexpensive.
Creatine monohydrate
Creatine is the most studied sports supplement there is, and the professional consensus is blunt: it is the most effective legal supplement for increasing high-intensity performance and lean muscle over time, and it is safe for healthy people at normal doses. The useful dose is small and dull, around 3 to 5 grams a day, every day, of plain creatine monohydrate. You do not need fancy forms or a loading phase. It also costs very little per serving, which makes the value hard to beat.
Creatine occurs mainly in meat and fish, so people eating little or no animal food tend to start with lower natural stores. That means vegetarians and vegans often see a clearer benefit from supplementing. Standard creatine monohydrate is typically synthetic and suits plant-based diets.
Protein powder
Protein powder is not magic, and that is exactly why it works. It is simply a cheap, convenient way to hit your daily protein target, which does support building and keeping muscle when you train. A large review found protein supplementation meaningfully improves muscle and strength gains from resistance training, up to the point where your total daily protein is high enough. A scoop is usually 20 to 30 grams and closes the gap when whole food is inconvenient. Whey works well, and soy and pea powders are effective plant options, especially soy, which is a complete protein. If you already hit your protein from food, you do not need it at all.
Caffeine
Caffeine is a genuine performance aid, one of the few with strong backing across many trials. It reliably improves endurance and gives smaller boosts to strength, sprinting, and power. Effective doses sit around 3 to 6 milligrams per kilogram of body weight, taken about an hour before training. You can get it from coffee or cheap tablets, so this is another case where the working version costs almost nothing compared with branded pre-workouts.

Worth it only if you are actually short
The next group is different. These do not improve a healthy, well-fed person much. They matter when you are genuinely low, in which case correcting the shortfall is worth doing. The key is to assess rather than assume, ideally with a blood test or an honest look at your diet, so you are treating a real gap and not an imaginary one.
- Vitamin D. Useful if your level is low, which is common in places with long, dark winters or for people who rarely get sunlight on their skin. Topping up a real deficiency supports bone and general health. Blanket high-dose supplementation in people who are not short shows little benefit, so a test first beats guessing.
- Omega-3 (EPA and DHA). Worth considering if you eat little oily fish. It supports heart and general health for many people. If you eat plant-based, an algae-based omega-3 delivers the same EPA and DHA directly, without fish, so this is not a reason to eat animal food.
- Vitamin B12. This one is not optional if you eat little or no animal food, because reliable B12 comes almost entirely from animal products or fortified foods and supplements. Anyone on a vegan or near-vegan diet should take a B12 supplement, full stop. It is cheap and prevents real harm.
- Iron, if diagnosed low. Only supplement iron on the back of a blood test showing you need it, since too much causes its own problems. Menstruating people and some plant-based eaters are more likely to run low.
The whole logic of this tier is that it only helps if you are short. Taking all of it blindly wastes money and, with iron especially, can do harm. A blood test or a clear dietary gap should be the reason you buy, not a hunch.
The stuff you can happily skip
This is the biggest pile, and skipping it will not cost you an ounce of progress. These are the products where the gap between marketing and evidence is widest.
- Fat burners. The results are tiny, temporary, or driven by the caffeine they contain, which you can buy for far less on its own. None of them melt fat the way the label suggests.
- Testosterone boosters. For healthy men, over-the-counter boosters do not meaningfully raise testosterone or build muscle. If you genuinely suspect low testosterone, that is a medical question for a doctor, not a tub from a shop.
- Branched-chain amino acids (BCAAs). If you already eat enough total protein, extra BCAAs add nothing for muscle. They are largely redundant next to a normal protein intake or a protein shake.
- Greens powders. Convenient, sometimes pleasant, but no substitute for actual vegetables and rarely worth the premium price for what you get.
- Mass gainers. Usually just expensive sugar and protein. You can build the same calorie surplus with normal food for a fraction of the cost.
None of these are dangerous in the ordinary sense, they are mostly just a poor use of money. The real cost is the illusion that a tub is moving you forward while the things that actually matter, your training, your food, and your sleep, go unattended.
How to judge any supplement yourself
New supplements appear constantly, so a filter you can apply yourself is more useful than any fixed list. Run any product past these questions before you pay, and most of the aisle answers itself.
- Is there repeated, independent evidence? Not one study funded by the seller, but several from researchers with no stake in the sale. If you cannot find that, treat the claim as unproven.
- Does it fill a real gap for me? A supplement that fixes a deficiency you actually have is worth it. The same product is a waste if you are not short in the first place.
- Is the effect worth the price? Some things work but barely, and cost a lot. Compare the size of the real benefit against what you are paying and what the cheap version would cost.
- Am I using it to avoid the basics? If a tub is standing in for proper food, sleep, or a plan you follow, it is a distraction dressed up as progress. Fix the basics first.
For most people the entire worth-it list is creatine, maybe a protein powder, maybe caffeine, plus filling any real nutrient gap. That is a short, cheap basket, and it is genuinely all most people need.
