Magnesium Glycinate vs Citrate: Which Form for What?

Both forms are well absorbed. The real difference is what they do to your gut, not how much magnesium reaches your blood. Here is how to pick without falling for the marketing.

Walk down any supplement aisle and you will find a dozen forms of magnesium, each promising something slightly different. The two you will see most are glycinate and citrate. The honest news is that they are more alike than the labels suggest. Both are well absorbed. The difference that actually matters is what happens once the magnesium is inside you, and that comes down to the other half of the molecule.

What both forms have in common

A magnesium supplement is never just magnesium. The metal is bound to something else, and that partner molecule is what the form name refers to. In glycinate it is glycine, an amino acid. In citrate it is citric acid. Both are what chemists call organic forms, and a 2021 systematic review of magnesium supplements found that organic forms are absorbed better than inorganic ones like the very common, very cheap magnesium oxide.

That is the first thing worth knowing: if you are choosing between glycinate and citrate, you have already skipped the worst option. The marketing war between these two is often fought over absorption, but there is no strong head to head human evidence that one delivers dramatically more magnesium to your blood than the other. The meaningful difference is tolerability, not absorption.

The one number to anchor on

The recommended daily intake for adults is about 310 to 320 mg for women and 400 to 420 mg for men, from food and supplements together. If you supplement, the tolerable upper limit for magnesium from supplements alone is 350 mg a day, because more than that reliably causes loose stools.

Magnesium citrate: the one that moves things along

Citrate has a trick the other forms share to a lesser degree. Any magnesium that is not absorbed stays in your intestine and pulls water in with it, which softens stool and speeds things up. Citrate does this readily, which is exactly why higher-strength magnesium citrate is sold as an over-the-counter laxative and as bowel prep before medical procedures.

At normal supplement doses this is much gentler, but the tendency is still there. For some people that is the whole point. If you deal with occasional constipation, citrate can do two useful jobs at once: top up your magnesium and keep you regular. For others, the same effect shows up as an unwelcome trip to the bathroom an hour after their evening capsule.

Citrate is a good pick if

You run a little constipated, you want a well-absorbed everyday form and do not mind a gentle laxative nudge, or you simply have not noticed any gut issues with it. It is also usually cheaper than glycinate.

Magnesium glycinate: the calm, gut-friendly form

Glycinate, sometimes labelled bisglycinate, wraps the magnesium in glycine. This tends to make it easier on the stomach and less likely to loosen your bowels at a given dose, so it is the form people reach for when they want to take more magnesium without the side effect, or when their gut is sensitive.

Glycinate is also the form most often suggested for sleep and a sense of calm. Part of that is simply that it is comfortable to take at night without gut drama. Glycine itself has a mild calming reputation, though you should treat the sleep claims as gentle and individual rather than guaranteed. What is fair to say is that if magnesium helps your sleep, glycinate is a pleasant way to take it.

Glycinate is a good pick if

You have a sensitive stomach or citrate gives you loose stools, you take magnesium in the evening for sleep or calm, or you want a larger dose with the lowest chance of a laxative effect.

You will also see magnesium threonate, taurate, malate, and more, each marketed for a specific benefit. The human evidence behind those narrow claims is thin. For most people, glycinate or citrate covers it. Magnesium oxide is the one to actively avoid for correcting a shortfall, since much of it passes straight through.

Do you even need a supplement?

This is the question the supplement aisle never asks. Magnesium is abundant in ordinary food, and a diet with plenty of plants usually covers your needs without a capsule. If you are choosing food first, these are reliable sources.

  • Pumpkin seeds and almonds, among the densest sources per handful
  • Beans, lentils, and edamame, a strong hit of magnesium plus protein and fibre
  • Tofu and tempeh, plant staples that carry useful magnesium
  • Spinach and other dark leafy greens, cooked down so you eat more of them
  • Whole grains like oats, brown rice, and wholemeal bread
  • Dark chocolate, genuinely a decent source, in sensible amounts

People more likely to run low include those who eat very little wholefood, older adults, heavy drinkers, and people on certain medicines or with gut conditions that reduce absorption. If that is you, or you have symptoms you think might be linked to magnesium, talk to your doctor rather than guessing. A blood test for magnesium is a blunt tool, because most of your magnesium sits in bone and tissue, not blood, so your clinician will weigh the whole picture.

A sensible starting dose

If you decide to supplement, a common everyday amount is around 200 mg of elemental magnesium, comfortably under the 350 mg supplement upper limit, taken with food. Start low, see how your gut responds, and adjust. There is no prize for taking more than you need.
