Nobody needs to be taught how to lift a weight toward their shoulder. That is the problem. The bicep curl looks so simple that most people never actually learn it, and instead spend years heaving a dumbbell up with their hips and back, wondering why their arms never change. The biceps barely feel it. If your curls are not growing your arms, the fix is almost never a fancier variation. It is slowing down, dropping the ego weight, and making the muscle do the work it keeps outsourcing to momentum.
The short version
- Swinging is the single biggest reason curls do not work. Momentum from your hips and back does the lifting, so the biceps barely load.
- Pick a weight you can lift with a still torso and lower under control. If your body sways, the weight is too heavy for real growth.
- The bottom stretched position is where the biceps do the most useful work. Do not cut the rep short at the bottom.
- Supinate by turning your palm up hard at the top. The biceps both bends the elbow and rotates the forearm, so you want both.
- Keep your upper arms roughly still at your sides. The curl happens at the elbow, not the shoulder.
The swing: why your curls do nothing
Watch someone curl a weight that is too heavy and you will see the whole story. They lean back, their hips push forward, their shoulders shrug, and the dumbbell gets thrown up to the top. On the way down it drops fast, caught only at the last second. The biceps were involved for maybe a fraction of that rep. Everything else was momentum, borrowed from bigger muscles that had no business being there.
Muscle grows in response to tension, especially tension held through a full range of motion. When you swing, you replace tension with speed. The bar moves, the rep counts on your app, but the muscle you are trying to build spent most of the movement coasting. This is why people can curl a heavy dumbbell for months and never add a millimetre to their arms. They are training their ability to cheat, not their biceps.
If you cannot curl a weight while standing with your back against a wall, or seated on an upright bench, that weight is too heavy for building your biceps. The wall removes the swing, and suddenly the real working weight shows itself. Most people drop a surprising amount.
How to curl so your biceps actually work
The fix is not complicated. It is a set of habits that keep the tension on the muscle instead of letting momentum steal it. None of them are advanced. They are just the parts everyone skips.
- Lock your upper arms in place. Your elbows stay pinned near your sides and your upper arms stay roughly still. If your elbows drift forward and your shoulders start doing the work, you have turned a curl into a front raise. The only joint that should be moving much is the elbow.
- Start from a full stretch. Let your arm hang almost straight at the bottom, biceps lengthened, before each rep. This is the position that loads the muscle most, and it is the one people cut short to bounce into the next rep.
- Curl up with control, no throw. Lift the weight in maybe one to two seconds by contracting the biceps, not by rocking your body. Your torso stays still. If it sways, the weight wins.
- Turn your palm up hard at the top. Actively supinate, rotating your little finger up toward your shoulder, and squeeze the biceps at the top. The biceps rotates the forearm as well as bending the elbow, so finishing the supination recruits more of it.
- Lower slowly, all the way down. Take two to three seconds to lower the weight back to the full stretch, resisting the whole way. The lowering phase is where a huge amount of growth lives, and it is the phase people give away for free by dropping the weight.
Research on range of motion keeps pointing the same way: training a muscle through its lengthened, stretched position tends to build at least as much size as short partial reps, and often more. For the biceps, that means the bottom of the curl, arm nearly straight, is not the boring part to rush through. It is the part that grows your arms.
Grip and variation: what actually changes
You do not need ten curl variations. But a couple of grip choices genuinely change what gets trained, and understanding them lets you pick on purpose rather than by boredom.

The incline curl deserves a mention because it does the stretch job for you. With your arms hanging back behind your body, the long head of the biceps starts each rep already lengthened, which is exactly the position that tends to drive growth. If your standard curls feel like they never hit the biceps deeply, an incline curl with a modest weight often fixes that in one session.
Barbell versus dumbbell is mostly a matter of what you can load and control. A barbell lets you handle more weight and is easy to progress. Dumbbells let each arm work independently, so a stronger side cannot carry a weaker one, and they allow full supination at the top. Use whichever keeps your form honest, and rotate between them across a training block.
Making the biceps actually grow
Good form is what lets loading do its job, but form alone will not add size. Two more things carry most of the growth: enough hard, controlled volume, and steady progression over time.
For volume, most people do well training the biceps across roughly ten or more hard sets a week, split over two sessions rather than crammed into one. The biceps also get worked whenever you pull, so rows and chin ups add to that total. You do not need thirty sets of curls. You need a sensible number of them done with real tension, taken close to failure.
For progression, the rule is the same as for any lift: over weeks, the muscle needs to do a little more. That can mean adding a rep, adding a small amount of weight, or improving your control on the lowering phase. The key word is gradually. Jumping the dumbbell up in big leaps is how the swing sneaks back in. Small, honest increases keep the tension on the muscle and keep your elbows happy.
Biceps respond well across a wide rep range, but somewhere around 8 to 15 reps per set is a comfortable home for curls. It is heavy enough to load the muscle and light enough that you can keep strict form for every rep, which is the whole point.
