Why lengthened partials are the growth hack of the decade

For years the rule was full reps, no exceptions. Then a run of studies showed that reps done only in the stretched part of a movement can grow a muscle just as well, sometimes better. Here is what that really means.

The stretched half

Rep the bottom, skip the top. A lengthened partial lives in the stretched half of the movement and never travels into the shortened top, where the growth signal fades.

Every so often a training idea gets called a hack so often that you assume it is hype. Lengthened partials are the rare case where the label is close to earned. The idea is simple: instead of doing full reps, you keep the load in the stretched part of the movement, where the muscle is longest, and rep only there. A handful of well-run studies now suggest this can build as much muscle as full reps, and in some cases more, for less range travelled. That is genuinely useful, as long as you understand why it works and where it does not.

What a lengthened partial actually is

Picture a dumbbell curl. The bottom, where your arm is nearly straight, is the stretched position for the biceps. The top, where the dumbbell is near your shoulder, is the shortened position. A full rep travels between them. A lengthened partial stays in the bottom half: you curl part way up, lower back to the stretch, and repeat, never finishing the squeeze at the top.

The same idea maps onto many movements. The bottom of a squat, the bottom of a Romanian deadlift, the deep part of an overhead triceps extension, the low portion of a lat pulldown. In each, the partial keeps the muscle long and loaded and skips the shortened end where tension usually drops off.

Not to be confused with

Shortened partials, the top-range half reps people do to move heavier weight. Those are the weakest option for growth. Lengthened partials are the opposite end of the movement and behave very differently, which is exactly why the distinction matters so much.

What the studies found

Several controlled studies now point the same direction. In one well-known trial by Maeo and colleagues, training the triceps with the arms overhead, which lengthens the long head of the triceps, produced substantially more growth than training the same movement with the arm in a neutral, less stretched position. The long-length group grew roughly 20 percent versus about 14 percent for the shorter-length group.

Broader reviews back this up. A meta-analysis comparing full and partial range of motion found that partials performed at long muscle lengths held their own against full reps, and sometimes edged ahead, while partials at short muscle lengths fell behind. Put together, the research supports a clear principle: the stretched portion of a rep carries an outsized share of the growth stimulus.

Why the stretch works so well

When a muscle is loaded in a lengthened position, its fibres experience a strong form of mechanical tension, which is the primary driver of muscle growth. There is also active tension in the stretch that seems to be a particularly potent signal. The practical upshot is that time spent under load in the stretched position is high-value time.

Full reps already capture this, which is why they work. But full reps also spend a chunk of every rep in the shortened top position, where tension often collapses and the muscle coasts. Lengthened partials cut that low-value portion and concentrate the set on the part that pays. That is the whole mechanism behind the hype, and it is real.

You are not getting something for nothing. You are spending your reps more efficiently, keeping the muscle in the stretched, high-tension zone and skipping the top where little growth happens.

Where the hype breaks down

Calling something the hack of the decade invites overuse, so here is the honest ceiling. Lengthened partials are a targeted tool, not a full replacement for normal training.

  • They do not build full-range strength. Strength is specific to the range you train. If you only ever do the bottom half, you get weaker at the top and lose the lockout.
  • They can cost mobility. Living in a partial range, even a stretched one, is not the same as loading a joint through its full travel. Full reps help keep usable range of motion.
  • The stretch is demanding. The lengthened position is where muscles are most vulnerable, so partials there can be more fatiguing and a little rougher on connective tissue. Ease in.
  • They are not magic on every exercise. The benefit is clearest where the exercise genuinely loads the muscle in a stretch. On movements with little load at length, there is less to gain.

How to use lengthened partials well

The best way to use them is alongside full reps, not instead of them. Here is a simple, honest approach.

  1. Keep full range as your base. Most working sets should still be full, controlled reps. That protects strength and mobility and captures the stretch anyway.
  2. Add partials when full reps fail. On your last set, when you can no longer complete a full rep, keep repping in the stretched bottom portion until those give out too. You extend high-value work at the point it counts most.
  3. Pick stretch-loaded exercises. Overhead triceps extensions, deep squats, Romanian deadlifts, incline dumbbell curls, seated calf raises done through a full stretch. These reward the technique.
  4. Control the eccentric. Lower under control into the stretch rather than dropping into it. The lengthened position is powerful but demanding, so respect it and build up gradually.
Do not overdo it

Because the stretched position is more fatiguing, resist the urge to make every set a partial marathon. A little goes a long way. Treat lengthened partials as seasoning on a well-built program, not the whole meal.

You do not need many. A common approach is to add partial reps only at the end of a set, once full reps stop, and continue until those partials fail too. Because the stretched position is fatiguing, treat them as a finisher rather than the bulk of your training.
