Ask ten lifters for the perfect rep tempo and you will get ten confident, contradictory answers. Two seconds down, one up. Four and four. A pause at the bottom. The truth is less dramatic and more freeing. When researchers pooled the studies that actually compared lifting speeds, growth came out roughly the same across a surprisingly wide range, from explosive reps to slow, deliberate ones. The tempo you obsess over is mostly a rounding error next to the things that really drive muscle. Here is the honest version, and what to do with your reps instead.

What rep tempo actually means
Rep tempo is just how long each phase of a repetition takes: the lowering phase, any pause, and the lifting phase. People often write it as four numbers, but the idea is simple. A rep that takes one second to lift and two to lower is a fast, normal tempo. A rep with a slow, four second descent is a slower tempo. Add it up across a set and you get the total time your muscle spends working, which is where the phrase time under tension comes from.
The theory that launched a thousand tempo prescriptions is that mechanical tension drives growth, so more seconds under tension should mean more growth. It sounds airtight. The catch is that total seconds and total useful tension are not the same thing. A muscle straining against a heavy load for two seconds is getting a very different signal than a muscle drifting through a feather-light load for eight.
What the research found
The clearest look at this comes from a systematic review and meta-analysis that pooled the studies comparing different repetition durations. Its headline finding: similar muscle growth across rep durations from about 0.5 to 8 seconds per rep, provided the sets were taken to or near the point of failure. Whether a rep took half a second or eight, the growth outcome was broadly the same.
There was one clear exception. Deliberately very slow lifting, beyond roughly 10 seconds per rep, came out worse for growth. Not better, worse. And the reason is the one you would expect once you stop thinking about the clock and start thinking about tension.
To lift for 10 seconds per rep, you have to use a much lighter weight. You trade high, meaningful tension for a long stretch of low tension. The muscle responds to the tension, not the timer, so the trade is a bad one.
How common tempos stack up
Here is a rough map of everyday lifting speeds and what the evidence suggests about each for building muscle. The practical takeaway is how wide the effective range is.

Notice there is no single winning row in the effective range. A brisk rep and a controlled slow rep both work. The mistake is at the far end, the super-slow grind that feels brutally intense but quietly caps how much load you can move.
When slowing down is genuinely useful
None of this makes tempo pointless. It just is not a direct growth dial. A controlled speed, especially on the way down, improves the quality of your sets, and quality is what indirectly helps you grow.
- Control the descent. Lowering the weight under control, rather than letting it drop, keeps tension on the muscle and cuts the risk of sloppy, jarring reps.
- Load the target muscle. Slowing down helps you actually work the muscle you are training instead of flinging the weight with momentum and letting your joints take it.
- Own the stretched position. A controlled descent into the bottom keeps load on the muscle where a large share of the growth signal lives, rather than bouncing out of it.
- Stay honest about failure. Moving with control makes it obvious when a rep is truly your last, which keeps you training close to failure where growth actually happens.
What to focus on instead
If tempo is a small dial, these are the big ones. They are the levers the same research keeps pointing to for muscle growth, and they deserve the attention you were spending on counting seconds.
- Take sets close to failure. Leave roughly one to three reps in reserve on most working sets. How close you get to failure matters far more than how long each rep takes.
- Use a full range of motion. Move through the whole movement, control the descent, and own the stretched position. Do not slow reps to a crawl to chase seconds.
- Progress over time. Add a little weight, a rep, or a set across the weeks. Progressive overload is the engine of growth, not any special tempo.
- Hit enough weekly sets. Around 10 to 20 hard sets per muscle per week suits most people. Total quality work beats any timing trick.
There is no best number of seconds. Lift with intent, lower under control, take your sets close to failure through a full range, and add a little over time. The stopwatch is a distraction from the things that actually build muscle.
