For decades the standard advice was to stretch before exercise: sit down, reach for your toes, hold each stretch for half a minute, then start training. It turns out that this one specific habit, long static holds right before a hard lift, can slightly reduce the strength and power you produce in the minutes that follow. That does not mean stretching is bad or that warming up is optional. It means the old ritual was aimed at the wrong target. The fix is simple once you know what the research actually found.
The short version
- Holding a static stretch for a long time right before lifting can cause a small, temporary drop in strength and power. Pooled research puts strength losses at around 5 percent on average.

The honest short answer
If your only warm-up is sitting on the floor holding long static stretches, then handing your body straight to a heavy barbell, you are working against yourself in a small way. A muscle that has just been held in a long stretch produces slightly less force for a short window afterward. For a one-rep-max attempt or an explosive lift, that small drop is worth avoiding.
But the honest version has nuance. The effect is modest, it depends heavily on how long you hold, and it fades within minutes. If you love a bit of static stretching, you do not have to give it up. You just want the long holds away from the moment you produce peak force, and you want a real warm-up in their place.
It also matters what kind of lifter you are and what you are training for. A powerlifter about to attempt a maximal single, or a sprinter about to explode off the blocks, has the most to lose from a pre-effort strength dip, so the advice is strictest for them. A general gym-goer doing sets of ten with moderate weight will barely notice the same effect. The principle is the same for everyone; how much you should care about it scales with how close to your limits you are working.
There are two different things people call stretching. Static stretching means holding a position still. Dynamic stretching means moving a joint through its range repeatedly. They have very different effects before a lift, and lumping them together is where the confusion starts.
What a long static stretch does to a muscle
When you hold a muscle in a deep stretch for a long time, two things change briefly. The muscle and tendon become a little more compliant, more like a loose spring than a taut one, so they transmit force less efficiently. And the nervous signal driving the muscle drops slightly, so it activates a touch less strongly. Both effects reduce how much force you can produce for a short period.
A large review that pooled dozens of studies estimated the acute effect of pre-exercise static stretching on maximal strength at roughly negative 5 percent, with smaller effects on explosive performance. These are not huge numbers, but if you are chasing a personal best or training for power, giving away five percent before you start is a poor trade for a habit that was not helping in the first place.
The dose is the whole story
This is where most gym advice goes wrong by treating stretching as all-or-nothing. The size of the effect depends almost entirely on how long you hold each stretch. Short holds barely register. Long holds are where the losses show up.

Long, deep static holds as your last act before a max effort. If you want to keep some static stretching, keep the holds short and follow them with a proper active warm-up so the effect fades before your working sets.
What to do instead: a dynamic warm-up
Dynamic stretching is the version that belongs before lifting. Instead of holding a position, you move a joint through its available range again and again, gradually reaching a little further. Leg swings, walking lunges, arm circles, and bodyweight squats all count. Reviews find dynamic stretching does not reduce performance and can leave you feeling more ready to work.
The reason it works is that it warms the tissue while keeping the nervous system switched on rather than damping it down. You get a little more range of motion and a lot more readiness, without the force cost that comes from holding a muscle long and still. Done for a couple of minutes on the muscles you are about to load, it hits the sweet spot between mobilising and priming.
- Raise your temperature first. Five minutes of easy cardio, a brisk walk, or the rowing machine gets blood moving and joints warm. This alone does most of the useful work.
- Move the joints you are about to load. Do controlled dynamic movements for the day's muscles: leg swings and bodyweight squats before legs, arm circles and band pull-aparts before pressing.
- Ramp up with lighter sets. Before your working weight, do a few sets with lighter loads in the same lift. This is the single most useful warm-up for strength.
- Save long static stretches for later. If you want to work on flexibility, do the long holds after training or on a separate day, when they cannot cost you force.
But does stretching prevent injury?
This is the belief that keeps the old ritual alive, and the evidence is underwhelming. For most training and most activities, stretching immediately before exercise does not meaningfully lower injury risk. The bigger protective factors are warming up properly, using technique you can control, and progressing your loads sensibly rather than jumping ahead.
The idea made intuitive sense: a looser muscle feels like it should tear less easily. But injuries in the gym rarely come from a muscle being too tight in the moment. They come from loads that outrun your preparation, from technique breaking down under fatigue, and from doing too much too soon. A stretch does nothing about any of those. That is why the protective habits that actually work are about temperature, control, and load management, not about how far you can reach before you start.
A general warm-up that raises your temperature, movement that matches the lift, and sensible load progression do far more for injury prevention than a pre-lift stretch. Build those habits and you are covered.
When static stretching is still worth doing
None of this makes static stretching useless. It is a good way to build and keep flexibility over time, which matters for reaching positions like a deep squat or an overhead press. The point is timing, not banning it.
- After your session, when a strength drop no longer matters and the muscles are warm.
- On separate mobility days, where improving range of motion is the whole goal.
- Before mobility-limited lifts, where a short, targeted stretch that lets you reach a safe position is worth a tiny, temporary trade in force.
- Any time it helps you feel good, as long as the holds are short before a hard lift or saved for afterward.
So the answer to the question is not a flat yes or no. Do not use long static holds as your warm-up before heavy or explosive lifting. Do warm up dynamically and ramp into your working weight. Keep static stretching for after training or for dedicated flexibility work, where it does its job without costing you anything.
