For decades the advice was simple: stretch before you exercise. So plenty of lifters still sit in long hamstring and quad stretches before they squat, holding each one for half a minute, believing they are prepping the muscle and dodging injury. The research over the last twenty years tells a more awkward story. Long static stretches held right before you lift can leave you briefly weaker and less powerful, and they do not reliably prevent the injuries people think they do. This is not a reason to fear stretching. It is a reason to move it to the right place and warm up in a way that actually helps.

What actually happens when you stretch before lifting
Static stretching means moving a joint to the end of its range and holding it still, the classic reach and hold. When you do this for a decent length of time immediately before a strength effort, two things happen. The muscle and tendon become temporarily more compliant, a bit more slack, and the nervous system's drive to the muscle dips slightly. Both reduce how much force you can produce for a short window afterwards.
The size of the effect is modest, not catastrophic, but it is real and it is measurable. In a large review of the research, static stretching produced an average performance change of about minus 3.7 percent when testing happened right after, driven partly by that reduced muscle activation. For a lifter chasing a heavy top set, giving away a few percent of force before you have even started is the opposite of what a warm up should do.
A long static stretch briefly makes the muscle a little more slack and dials down the nervous system signal driving it. Both mean less force is available for a short time after. That is why it can quietly cost you on a heavy lift.
The detail everyone misses: it is about duration
The headline can make it sound like all stretching before lifting is bad. It is not that simple, and the nuance is genuinely useful. The effect depends heavily on how long you hold the stretch. Short holds barely register. Long ones are where the meaningful drop shows up.

So a quick 20 to 30 second stretch of a tight spot before you lift is very unlikely to hurt you. The problem is the person who parks in multiple long stretches, holding each for a minute or more, as their entire warm up. That is where the force loss becomes real, and it is a surprisingly common routine. If you are going to stretch before lifting at all, keep the holds short.
You do not have to ban stretching from your warm up. Just keep any pre-lift static holds brief, under about 60 seconds per muscle, and save the long, relaxed stretching for after your session.
The injury-prevention belief does not hold up
The main reason people static stretch before training is to avoid injury. This is the part that surprises people most: the evidence does not support it. Reviews of stretching and injury find that pre-exercise static stretching does not reliably reduce the rate of injuries during training. The intuition is strong, the picture in your head of a muscle tearing because it was too tight, but the data does not back the ritual.
What does seem to lower injury risk is a proper, active warm up that raises your temperature and rehearses the movement, along with getting genuinely stronger through a full range of motion over time. In other words, the protection comes from preparing to move and from building robust, capable tissue, not from holding a passive stretch before you start.
Treating a few static stretches as your entire warm up and your injury insurance. It is doing neither job well. It can slightly reduce your force and it is not the thing keeping you safe. A real warm up is a different activity.
What to do in your warm up instead
The good news is that the better warm up is also more enjoyable and takes about the same time. Instead of sitting still in stretches, you move. Dynamic warm ups, which take a joint through its range under active control, do not cause the force loss that long static holds do, and some research shows they can even slightly improve power output. Then you rehearse the exact lift with progressively heavier sets.
- Raise your temperature first. Five minutes of easy cardio, a brisk walk, bike, or rower, so your muscles are literally warmer and more pliable.
- Do dynamic mobility for the lift. Controlled movements through range: leg swings, deep bodyweight squats, hip openers, arm circles. Active, not held.
- Ramp up the actual lift. Start light and add weight across several sets until you reach your working load. This primes the exact movement and nervous system pattern you are about to use.
- Save long stretching for later. If a muscle is genuinely tight and limiting your position, a short 20 to 30 second stretch is fine. Long relaxed stretching belongs after training or on its own.
Nothing prepares you for a heavy squat like lighter squats. Progressive warm up sets wake up the nervous system, groove the pattern, and let you test the movement before it is loaded heavy. This is the part most people skip and it matters more than any stretch.
So when should you static stretch?
None of this means static stretching is useless. It is a fine way to build flexibility over time, it can feel good, and it may help you relax. The only real point is timing. Done in the wrong slot, right before a hard lift, it can cost you a little performance for no injury benefit. Done in a better slot, it keeps its upsides without the downside.
- After your workout, when a temporary dip in force no longer matters, is a good time to stretch tight areas.
- On its own, on non-lifting days, is ideal if building flexibility is a specific goal for you.
- Briefly before lifting is acceptable for a genuinely tight spot, as long as you keep the hold short and follow it with dynamic work and ramp-up sets.
- As a replacement for a warm up, never. Move and rehearse the lift instead.
If a joint feels sharply painful or unstable rather than simply tight, stretching is not the fix and may make it worse. Persistent pain in a joint or muscle is worth having assessed by a physiotherapist or doctor, not stretched through.
