If your warm-up is a couple of minutes of holding a hamstring stretch, you are doing the right idea in the wrong form. The goal before a session is to be warmer, more mobile, and ready to produce force, and long static holds work against that last part. Dynamic stretching solves it. You move through your range under control, and you walk into your first working set warmer, looser, and if anything a little more capable. This is the warm-up that earns its place.

What dynamic stretching actually is
Dynamic stretching means taking a joint through its range of motion with controlled movement, rather than settling into a position and holding it. Leg swings, walking lunges with a reach, arm circles, hip openers, and the world's greatest stretch are all dynamic. You move in and out of the end range repeatedly, building warmth and control as you go.
This is different from ballistic stretching, which uses bouncing and momentum to force a joint past its comfortable range. Dynamic stretching stays controlled. You own each position on the way through, you do not throw yourself into it. That control is what makes it a warm-up tool rather than a way to get hurt.
Static stretching holds a lengthened position. Dynamic stretching moves through a range with control. For getting ready to perform, moving through is the version that helps.
Why it beats static stretching before a session
The case against static stretching as a warm-up is not that it is dangerous. It is that it works against the one thing a warm-up is for: readiness to produce force. Holding a muscle at length for 30 seconds or more right before training can cause a short-term drop in strength and power. The effect grows with longer holds.
Dynamic stretching does not carry that cost. When researchers compare warm-up approaches, dynamic movement tends to leave performance unchanged or slightly better, while long static holds tend to blunt it. So for the same few minutes, one option prepares you and the other quietly taxes you.

Doing several minutes of long static stretches as your only warm-up, then walking straight into heavy sets. You arrive slightly weaker and no better prepared. Swap those holds for movement.
Why moving through range prepares you
A good warm-up does three things, and dynamic stretching hits all three at once.
- It raises tissue temperature. Warmer muscle contracts and relaxes faster and moves more freely. Repeated movement, not stillness, is what generates that warmth.
- It opens the range you are about to use. Taking a joint through its range readies exactly the positions your session will demand, whether that is a deep squat, an overhead reach, or a long stride.
- It rehearses the pattern. Controlled movement through a range is a low-stakes rehearsal of the lift or sport you are warming up for, so the first heavy rep is not the first time your body has visited that position today.
Put simply, dynamic stretching turns your warm-up into a runway rather than a speed bump. You end it more ready than you started, which is the entire job.
How to build a dynamic warm-up
You do not need a long routine. A focused 5 to 10 minutes covers it. Structure it in three short stages.
- Start with a couple of minutes of easy aerobic movement. A brisk walk, an easy bike, a light row, or a skip. The aim is simply to raise your temperature and heart rate a little.
- Do dynamic drills for the joints your session needs. Leg swings and hip openers before squats, arm circles and band pull-aparts before pressing, walking lunges with a rotation for almost anything. Keep them controlled, moving through the range 8 to 12 times each.
- Finish with ramp-up sets of the actual lift. The best rehearsal for a heavy squat is lighter squats. Build up in a few sets from an empty bar to your working weight. This is often the most useful part of the whole warm-up.
If you want one routine to start from: 2 minutes easy cardio, then leg swings, walking lunges with a reach, hip openers, arm circles, and band pull-aparts, then ramp-up sets. Under 8 minutes and it prepares you for almost any session.
Where static stretching still fits
None of this makes static stretching useless. It is still the more direct way to build flexibility over time. The point is timing, not banning it.
If you want to increase range in a tight area, static stretching two to three days a week does the job. Just place it where the temporary strength dip does not matter: after your training, or in its own session. Then your warm-up can stay dynamic, and your flexibility work can stay static, and neither steps on the other.
Before training: dynamic movement to get ready. After training or separately: static stretching to build range. Keep the two jobs in their own time slots and you get the benefit of each without the cost.
