Protein is the one macronutrient almost everyone agrees you should think about, and also the one drowning in bad numbers. The official recommendation is built to stop deficiency, not to help you thrive. If your goal is to build or keep muscle, lose fat without losing strength, or simply age well, you need more than the minimum, and working out how much is refreshingly simple.

- The official RDA of about 0.8 g per kg of body weight is a floor to prevent deficiency, not a target for building muscle.

The official number is a floor, not a goal
The number you have probably seen, about 0.8 grams of protein per kilogram of body weight per day, is the Recommended Dietary Allowance. It is a real, useful figure, but it answers a narrow question: how little protein can most healthy people get away with before they start losing muscle and running into problems? It is a minimum to prevent deficiency, set with a safety margin, for a fairly sedentary person.
That is not the same as the amount that helps you build muscle, recover from training, stay full while dieting, or hold onto strength as you get older. Treating the deficiency floor as your goal is like treating the minimum passing grade as your target. It keeps you out of trouble, but it is not where you want to aim if you are actually training.
Think of 0.8 g per kg as "the least you should eat to stay healthy on the couch," not "how much protein is good for you." If you train or have goals, you want more.
How much to build or keep muscle
This is where the research is unusually clear. A large meta-analysis that pooled dozens of studies on protein and resistance training found that gains in muscle kept improving as protein rose, up to about 1.6 grams per kilogram of body weight per day. Above that point, extra protein gave little or no further benefit for building muscle in most people.
So 1.6 g per kg is a sensible target if you are training to build or maintain muscle. There is a wide comfortable band here. Somewhere between roughly 1.6 and 2.2 g per kg covers almost everyone, and the exact figure inside that range matters far less than consistently landing in it. Eating well beyond 2.2 g per kg is not harmful for healthy people, it just does not do much extra for your muscles.

Multiply your weight in kilograms by 1.6 for a solid daily protein target. Round it to a friendly number and spread it across your meals.
Eat more protein when you are losing fat
This surprises people. When you cut calories to lose fat, your protein target should go up, not down. In a calorie deficit, your body is looking for tissue to break down for energy, and muscle is on the menu unless you give it a reason not to. Higher protein, along with keeping up your training, tells your body to hold onto muscle and burn fat instead.
For fat loss, aiming toward the higher end of the range, around 1.8 to 2.2 grams per kilogram, is a smart move. It has a useful side effect too: protein is the most filling of the macronutrients, so a higher-protein diet tends to keep you fuller on fewer calories, which makes the deficit easier to stick to.
More protein in a calorie deficit protects your muscle and keeps you fuller. You come out the other side leaner and stronger, not just lighter.
Why older adults need more, not less
As people age, they often eat less protein just when they need more of it. From around the age of forty, muscle is slowly lost each decade unless you actively defend it, a process linked to falls, frailty, and loss of independence later in life. Older bodies also respond less efficiently to protein, so they need a bit more to get the same muscle-building signal.
For this reason, expert groups reviewing protein needs in older people have recommended intakes above the standard RDA, commonly in the region of 1.0 to 1.2 grams per kilogram per day for healthy older adults, and higher still for those who are ill or recovering. If you are over forty and lifting, treating the muscle-building target of around 1.6 g per kg as your aim is a reasonable, protective choice.
Appetite tends to fall with age, so it is easy to drift below what your muscles need right when defending them matters most. Make protein the anchor of each meal.
Turning the number into meals
A target is only useful if you can eat to it without a calculator at every meal. Here is how to make it painless.
- Set your number. Bodyweight in kilograms times 1.6 for a general muscle target, or toward 2.0 if you are actively losing fat. Round it to something memorable.
- Divide across your meals. Split the total across three or four meals, so each has a solid amount of protein rather than one giant protein dinner.
- Anchor each meal with a protein source. Build meals around a protein first, then add the rest. Eggs, dairy, meat, fish, tofu, tempeh, lentils, beans, or a shake all count. Plant sources are a little less protein-dense, so eating slightly larger portions, about 10 to 20 percent more, and mixing sources closes the gap. Soy foods like tofu and tempeh are complete proteins and need no combining.
- Learn a few go-to portions. Knowing that, say, a chicken breast or a tub of Greek yogurt gives you a certain amount saves you weighing everything forever.
- Aim for most days, not every day. Hitting your target four or five days out of seven puts you far ahead of where you were. Consistency beats a perfect single day.
