Most people who care about muscle obsess over the daily protein number and then eat it in the worst possible shape: almost none at breakfast, a light lunch, and a huge slab of chicken at dinner. The total might be fine. The pattern is not. Your body can only use so much protein to build muscle in one sitting, and a big dinner does not make up for a bare morning. The good news is that fixing this is simple. Spread the same protein across three or four meals and you get a little more out of every gram.

Why spread matters at all
When you eat protein, the amino acids in it switch on muscle protein synthesis, the process that repairs and builds muscle. That switch has a ceiling. Once you have eaten enough protein in a meal to hit the ceiling, adding more does not push synthesis higher; the extra amino acids are burned for energy or used elsewhere. So a single huge protein meal wastes some of its muscle-building potential, because it flies past the ceiling in one go.
Spreading protein out means you hit that muscle-building switch several times a day instead of once. A tightly controlled feeding study found that over 24 hours, eating protein evenly across three meals stimulated muscle protein synthesis about 25 percent more than eating the same total skewed toward dinner. Same protein, better result, just from the shape of the day.
Muscle building responds to each meal, not just the daily total. Several moderate doses beat one enormous one. You are trying to knock on the door a few times, not hammer it once.
How much protein per meal
The dose that maximally triggers muscle building in a single meal is smaller than most people think. In young adults, muscle protein synthesis after training is maximally stimulated at around 20 grams of high-quality protein, with little extra benefit from going to 40 grams for a lean person. Because bigger and older bodies need a bit more to hit the same ceiling, the practical per-meal target is usually framed by body weight.
The International Society of Sports Nutrition suggests aiming for about 0.4 grams of protein per kilogram of body weight at each meal, across at least three or four meals, to cover the daily target of roughly 1.6 grams per kilogram for people building muscle. That lands most people between 25 and 40 grams a meal.

A palm-sized portion of a protein-rich food (chicken, fish, tofu, tempeh, a couple of eggs plus dairy, or a scoop of protein powder) gets most people into the 25 to 40 gram zone per meal without weighing anything.
How many meals, and when
Three to four protein feedings a day, spaced roughly three to five hours apart, is the sweet spot in the research. Fewer than three tends to leave gaps where the muscle-building signal has gone quiet for too long. Many more than four adds fiddliness with little extra payoff, because each meal has to be big enough to cross the muscle-building threshold anyway.
You do not have to eat like a clock. Life gets in the way, and that is fine. But if you can loosely anchor protein to breakfast, lunch, dinner, and one snack or pre-bed feeding, you will hit both a good total and a good spread almost automatically.
- Anchor breakfast. This is where most people fall short. Add eggs, Greek yoghurt, soy yoghurt, tofu scramble, or a shake so breakfast carries 25 to 40 grams instead of near zero.
- Build lunch and dinner around a protein. Start each plate with the protein-rich food, then add carbs and vegetables around it, rather than the other way round.
- Use a fourth feeding to close the gap. A protein snack in the afternoon or before bed catches up any shortfall and adds one more muscle-building trigger to the day.
What an even day looks like
Here is a roughly 120 gram day for a 75 kilogram person aiming to build muscle, spread across four feedings so no single meal is doing all the work. It also shows a plant-based version, which lands in the same place with slightly larger portions because plant sources are a little less protein-dense.

Notice that no meal is a monster and none is empty. Soy foods such as tofu, tempeh, edamame, and soy protein are complete proteins and need no special combining. Mixing a few plant sources across the day, beans plus grains plus soy, easily covers the full range of amino acids you need.
Spacing is the fine-tuning, not the foundation. If you have to choose, hitting your **daily total** matters far more than perfect three-hour gaps. A slightly lopsided day that hits the total beats a perfectly spaced day that falls short.
Who gains the most from getting this right
Even spread matters more for some people than others. Older adults benefit the most, because ageing muscle is less sensitive to protein and often needs a slightly bigger per-meal dose, around 0.4 grams per kilogram or more, to switch on muscle building. An older person who eats most of their protein at dinner is leaving muscle on the table at breakfast and lunch.
People in a fat-loss phase also benefit, because they are eating less overall and cannot afford to waste protein on a lopsided pattern. And anyone training hard for muscle gain gets a small but free edge from spreading intake, since the daily total is already the priority and the spread costs nothing extra to fix.
