Your muscles are not one uniform tissue. They are a blend of slow-twitch fibres built for steady, fatigue-resistant work and fast-twitch fibres built for force and speed. These fibre types respond to training a little differently, and the fast ones hold much of your growth potential. The good news is that hitting all of them does not require a complicated scheme. It comes down to one idea, effort, plus a sensible spread of rep ranges. This guide explains the science and turns it into a simple plan.

What the fibre types actually are
Every muscle contains a mix of fibre types, and people vary in the exact blend. Broadly, there are two families that matter for training. Slow-twitch (type 1) fibres contract slowly, resist fatigue, and handle endurance and posture. Fast-twitch (type 2) fibres contract quickly, produce more force, fatigue faster, and hold a large share of your growth potential.

Your ratio of slow to fast fibres is mostly set by genetics and does not change much with training. What you can do is grow the fibres you have, all of them, by training the whole muscle hard. That is the practical goal, not chasing a fibre type you were not born with.
The rule that governs all of this
Here is the single most important idea, and it clears up most of the confusion. Your body recruits muscle fibres in a set order, known as the size principle. Small, slow fibres are called on first, because they handle light effort efficiently. Only as the effort rises and those fibres tire does your nervous system recruit the larger, faster, high-force fibres.
The consequence is huge. To load and grow the fast fibres, a set has to become genuinely hard. It is not the weight on the bar that reaches them, it is the effort. This is why a light set taken close to failure and a heavy set both end up recruiting the fast fibres. The last few grinding reps, when the set is hard, are when the high-threshold fibres finally take over.
You do not target a fibre type with a special rep range. You reach the fast fibres by taking a set close to failure. Effort is the key that unlocks the full muscle, whatever the load.
Why the rep-range obsession misses the point
You have probably seen charts claiming low reps build one fibre type and high reps another, with neat boxes for strength, size, and endurance. That picture is far too tidy. Research comparing heavier, lower-rep training with lighter, higher-rep training taken close to failure finds similar muscle growth across a wide range of loads, as long as the sets are hard.
That does not make rep ranges useless. It reframes them. Different loads are simply different tools for delivering effortful sets, each with trade-offs. Heavy sets build more strength and reach the fast fibres quickly, but cost more joint stress and fatigue. Lighter, higher-rep sets are gentler on the joints and add volume, but you have to push closer to failure to recruit the same fibres, and they burn.

Believing you must train in a narrow rep range to hit a fibre type. The real lever is effort. A moderate set taken close to failure recruits your fast fibres just fine. The rep range mostly changes the fatigue cost and the strength carryover, not whether the fibres get worked.
So how do you cover everything
If effort is what reaches the fast fibres, why bother varying rep ranges at all? Two reasons. First, the fibre families do differ slightly in how they respond, and the slow, fatigue-resistant fibres get a fuller stimulus from higher-rep, longer sets. Second, spreading your work across rep ranges lets you get plenty of hard volume while managing joint stress and fatigue, so you can actually recover and keep progressing.
So the practical answer is not one magic range, it is a sensible spread, with every set taken close to failure. A common and effective approach: anchor each muscle with some heavier compound work, fill the middle with moderate-rep sets, and add higher-rep work on machines and isolations where pushing near failure is safe and comfortable.
- Heavier compounds, about 5 to 8 reps. Squats, presses, rows, and hinges. Build strength and load the fast fibres, kept two to three reps short of failure for safety.
- Moderate sets, about 8 to 15 reps. The all-purpose growth zone for most of your accessory work. Push to one or two reps in reserve.
- Higher-rep isolation, about 15 to 30 reps. Lateral raises, curls, leg curls, calves. Great for the fatigue-resistant fibres and safe to take right up to failure.
For each muscle across a week, do a little heavy, a lot of moderate, and some high-rep work, all taken close to failure. That covers the whole fibre spectrum without any complicated scheme.
Recruiting a fibre is not the same as growing it
One subtle point saves a lot of wasted effort. Recruiting a fast fibre for a single rep is not enough to grow it. Growth needs that fibre to be recruited and loaded across enough hard reps and sets over time. A single near-maximal rep touches the fast fibres briefly. A hard set of several reps near failure keeps them working under tension, which is what actually drives growth.
This is why very low-rep, near-maximal singles are excellent for strength but a slow way to build size. They recruit the fast fibres but do not accumulate much loaded work in them. For growth, you want sets long enough and hard enough to keep those fibres under tension, then enough of those sets each week.
Recruitment is the door, volume is what walks through it. Once a set gets hard enough to recruit the fast fibres, your total weekly hard sets per muscle become the main driver of how much they grow. Reach the fibres, then give them enough work.
Putting it into practice
- Take every working set close to failure. This is the non-negotiable that reaches your fast fibres. Aim for one to two reps in reserve on most sets, two to three on heavy compounds.
- Anchor each muscle with heavier compound work. A few sets in the 5 to 8 rep range build strength and recruit the fast fibres early while you are fresh.
- Do most of your volume in the moderate range. The 8 to 15 rep zone is the reliable, joint-friendly workhorse for growth. Most accessory work lives here.
- Add high-rep isolation for the slow fibres. Take machines and isolations into the 15 to 30 rep range near failure, where it is safe and covers the fatigue-resistant fibres.
- Hit enough weekly sets and progress them. Around ten or more hard sets per muscle a week, with the weight or reps climbing over time. Recruitment opens the door, volume and overload build the muscle.
