Most of the big lower body lifts train your hamstrings by moving your hips: deadlifts, Romanian deadlifts, and hip thrusts all work the hamstring where it crosses the hip. But the hamstring does two jobs, and the other one, bending your knee, gets neglected. That is exactly what the leg curl trains. It is not a fancy exercise, but a lot of people set it up wrong, curl through half the range, and let their hips lift off the pad, which quietly hands the work to their lower back. Get the setup and the range right, and it is one of the most direct hamstring builders you have. Here is how to do it, and why the seated version is often the better pick.
The short version
- Set the ankle pad just below your calves, on the back of your ankle above the heel, and line the machine's pivot up with your knee joint. A bad pad position wrecks the whole movement.
- Curl through the full range, from a straight or nearly straight leg to as far as the machine lets you bend, then lower under control. Half reps train half a hamstring.
- Keep your hips pinned down. If your hips lift off the pad to help, your lower back takes over and your hamstrings get shortchanged.
- The seated leg curl stretches the hamstring more because your hips are bent, and in a direct 12-week comparison it produced noticeably more hamstring growth than the lying version.
- Do not slam the weight down. The lowering phase, resisting the stack back to the start, is where a lot of the work happens.
Why the leg curl earns its place
Your hamstrings do two things. They extend your hip, which is what deadlifts and Romanian deadlifts train, and they bend your knee, which almost nothing else in a normal program trains under load. Skip knee flexion work and you leave part of the muscle undertrained, which shows up as hamstrings that never quite fill out no matter how much you deadlift.
The leg curl is the simplest way to cover that second job. On a machine, the movement is guided, so you can load the hamstring hard through knee flexion without needing perfect balance or a heavy bar on your back. That makes it a low-risk, high-value accessory: it hits a part of the muscle your compound lifts miss, and it does so with very little skill required once the setup is right.
Strong, well-trained hamstrings are part of how you stay resilient to strains, which are among the most common injuries in running and field sports. Building knee-flexion strength with leg curls, alongside your hip-hinge work, gives the muscle balanced strength across both of its jobs.
Seated or lying: which to pick
Gyms usually have a lying (prone) leg curl, a seated leg curl, or both. They train the same movement, bending the knee, but your hip position differs, and that turns out to matter.
In the seated version, your hips are bent to around ninety degrees, which puts the hamstring on more of a stretch before you even start curling. In the lying version, your hips are straight, so the muscle starts in a shorter position. Training a muscle in a lengthened, stretched position tends to be a strong stimulus for growth, and that shows up in the research.
In a study where people trained one leg seated and the other lying for 12 weeks, the seated version built more hamstring, thanks to the greater stretch. If your gym has a seated leg curl, make it your default. If it only has a lying one, that still works well, so use it rather than skipping knee-flexion work.
Setting up the machine
The single most common reason a leg curl feels awkward is a badly placed pad. Spend thirty seconds setting it before you load up.
- Line the pivot up with your knee. The rotating axis of the machine, where the lever arm turns, should sit level with your knee joint. If it is off, the machine and your knee fight each other through the range.
- Place the ankle pad correctly. The moving pad should rest on the back of your lower leg just above your heel, on your Achilles area, not up on your calf. Too high and the leverage is wrong and it can dig in uncomfortably.
- Secure the thigh pad (seated) or hips (lying). On a seated machine, clamp the thigh pad down snug over your legs so your thighs cannot lift. On a lying machine, position your hips flat on the pad with your knees just off the edge.
- Set a light warm-up. Start with a weight you can curl through the full range with your hips or thighs staying put. Feel the setup before you chase load.
If the ankle pad sits up on your calf muscle instead of just above your heel, the lever is short, the movement feels heavy for the wrong reason, and it can pinch. Slide it down to sit above your heel so it drives against your ankle, not your calf.
The rep, full range and hips down
- Start from a straight or nearly straight leg. Let the weight bring your legs almost straight so the hamstring is stretched at the start. Do not stop halfway. The stretched position is part of the value.
- Curl by bending your knees. Pull the pad toward your glutes by bending your knees, thinking about your heels driving back and up. Squeeze the hamstrings at the top of the curl.
- Keep your hips pinned. Your hips and thighs stay flat and still. If your hips pop up off the pad to fling the weight, your lower back is helping and your hamstrings are being cheated. Ease off the load and keep them down.
- Lower slowly, all the way back. Resist the stack as your legs straighten back to the stretched start. Do not let the weight crash down. This controlled return is where a lot of the growth happens.
Curling only a third of the way and stopping does not train the hamstring where it matters. Go from a near-straight leg to a full knee bend, and lower all the way back. Training the fuller range tends to build at least as much muscle as short reps, so use it.
Common mistakes and fixes

If your hamstrings cramp mid-set, that is common and usually just means the muscle is being worked in a range it is not used to. Ease the weight, keep the reps controlled, and it settles as the muscle adapts.
How to program it
The leg curl is an accessory, so it sits after your main lower body lifts. Do your squats or deadlifts and your hip hinge work first, then use the leg curl to hit knee flexion directly. Two to four sets of eight to fifteen reps, taken close to the point where your hips would start to lift, covers most people.
Pair it with a hip-hinge movement such as the Romanian deadlift for complete hamstring training: the hinge trains the hip-extension job and loads the long, stretched position, while the leg curl trains the knee-flexion job the hinge cannot reach. Between the two, you cover the whole muscle. Progress the curl the usual way, adding a rep or a small increment when every rep is clean and your hips stay down.
One exercise cannot do it all here. Romanian deadlifts train the hip-extension side, the leg curl trains the knee-flexion side. Do both across your week and your hamstrings get trained across both of their jobs, which is how they actually fill out.
