The most common squat mistake is not in the squat at all. It is in the two seconds before it. People walk up to a heavy bar, unrack it, take their steps, and only then think about their midsection, by which point they are already carrying the load on a soft, unbraced torso. Bracing is how you turn your trunk into a stiff column the bar can sit on. Done right, it makes heavy weight feel lighter and steadier. And the whole point is to have it locked in before the bar leaves the hooks.
The short version
- Bracing means creating pressure inside your torso, called intra-abdominal pressure, so your spine has a rigid column to sit on.

What bracing actually is
Your spine on its own is not very stable under a heavy load. What makes it stable is the pressure and muscle around it. When you take a big breath and tighten the muscles of your waist, you raise the pressure inside your abdomen. That pressure pushes outward in every direction and gives your spine a firm, rigid column to sit on, the way a full water bottle is stiff and an empty one folds.
Researchers call this intra-abdominal pressure. Biomechanics work has shown that raising it helps stabilise the lumbar spine during exactly the kind of tasks a squat demands, where the trunk has to resist folding forward under load. That is the whole job of a brace: build the pressure, keep it, and let your spine ride on top of it.
Picture your torso as a can, not a bag. A braced trunk is a sealed can that holds its shape under load. An unbraced trunk is a bag that crushes. Bracing is how you turn the bag into the can.
It is not sucking your stomach in
The single most common misunderstanding is that a tight core means a flat, pulled-in stomach. It is the opposite. Sucking in makes your waist smaller and your column narrower, which is exactly what you do not want under a heavy bar.
Instead, you push your abdominal wall outward against an imaginary belt around your whole waist, the front, the sides, and the lower back all at once. If you wear a lifting belt, you brace against the belt. If you do not, you brace against the same 360-degree ring your belt would sit on. The cue that works for most people is: breathe in, push your belly wide, get hard all the way around.
Only bracing the front of your abs. A real brace is 360 degrees. If your lower back and sides stay soft, your column has a weak wall and the load will find it.
The breath that builds the pressure
Pressure needs air. The breath that fills your column goes down into your belly, not up into your chest. If your shoulders rise when you inhale, you breathed into your chest and your brace will be weak. If your waist expands in all directions, you did it right.
- Breathe into your belly. Take a big breath low, feeling your waist expand outward in every direction. Your chest should barely move.
- Brace against the expansion. As the air fills you, tighten your abdominal muscles so you are pushing out and clamping down at the same time. This is the moment the column goes rigid.
- Hold the pressure. Keep the air and the tension locked for the descent and the drive back up. This brief breath-hold under load is a Valsalva maneuver.
- Reset between reps. At the top of each rep, take a fresh breath and re-brace before the next descent. You do not hold one breath for a whole set.
This breath-hold under load, the Valsalva maneuver, is what experienced lifters do instinctively on heavy sets. Why you brace before the bar moves
Here is the part people get wrong even when their bracing is good: the timing. The walkout, taking the bar out of the rack and stepping back, is one of the least stable moments of the entire lift. The bar is high, you are moving, and if your trunk is soft you are carrying a heavy load on an unsupported spine for several steps before you have even started squatting.
So the brace comes first. You set your grip, get under the bar, take your breath, build your pressure, and only then stand the weight up and walk it out. You want to be at full rigidity the instant the hooks release, not scrambling to tighten up after the bar is already on your back.
- Set up under the bar. Hands set, bar in position on your upper back, feet under you. Do this while the bar is still in the rack.
- Breathe and brace. Take your big belly breath and lock your 360-degree brace while the weight is still supported by the hooks.
- Stand it up braced. Drive the bar up out of the rack with your brace already solid. Do not exhale.
- Walk out tight, minimal steps. Take as few steps as you can to reach your stance, staying rigid the whole way. Then squat.
Full brace before the hooks release, every time. The walkout carries the load with no squatting benefit, so it is pure risk if you are soft. Being rigid before you unrack removes that risk entirely.
Do you need a belt to brace
No. A belt is not a brace, it is something you brace against. It gives your abdominal wall a firm surface to push into, which can help you build a little more pressure on heavy sets, and it gives you feedback so you can feel whether your brace reaches all the way around. But the mechanics are the same with or without one: breathe into the belly, push out, get hard all the way around.
Learn to brace well without a belt first. If you can create a strong 360-degree brace on your own, a belt becomes a genuine tool that adds to a good habit. If you cannot, a belt just hides the fact that your bracing is weak, and the moment you take it off you are exposed. Build the skill, then add the tool.
One safety note on breath-holding
Holding your breath under a heavy load briefly raises your blood pressure. For most healthy people lifting for a few seconds at a time, this is normal and safe. If you have high blood pressure, heart or vascular concerns, glaucoma or other eye conditions, or you are pregnant, talk to your doctor before using a hard Valsalva brace, and ask what breathing pattern suits you.
