People assume protein needs are highest when you are trying to build muscle. It seems logical: you are constructing new tissue, so you need the raw material. But the surprising truth is that protein often matters more when you are losing fat than when you are gaining muscle. The reason is that these are two different jobs. Building muscle is about hitting enough to max out growth. Losing fat is about eating enough to defend the muscle you already have while calories are scarce, and that job usually needs a higher number.

Same nutrient, two different jobs
Protein is doing something different depending on which way your calories are pointing. In a surplus, with plenty of energy coming in, protein's job is to supply the building blocks for new muscle, and past a certain point the body simply cannot use more to build faster. In a deficit, with energy scarce, protein's job shifts to defence: it signals your body to hold onto muscle rather than break it down for fuel, and it keeps you full enough to stay the course.
That shift is why the two targets are not the same, and why the fat-loss number is usually the higher of the two. Get this backwards, eating modest protein while cutting hard, and you lose more of the muscle you worked to build.
Protein to build muscle
When you are eating in a surplus to grow, the target is well established. A large 2018 review pooling 49 studies found that muscle and strength gains from training plateau at around 1.6 grams per kilogram of body weight per day. Beyond that, extra protein did not build extra muscle in the average person. A sensible working range is 1.6 to 2.2 grams per kilogram, with most people doing fine at the lower end.
The reason you do not need more is that muscle is built slowly, and a surplus already gives your body plenty of energy to work with. Once protein is adequate, the things that drive further growth are progressive training, enough total calories, and sleep, not piling on extra grams. For a 75-kilogram person, that is roughly 120 grams a day, which is very achievable from normal meals.
In a surplus you have room for more carbohydrate to fuel training, so there is little reason to crowd the plate with protein far beyond 1.6 to 2.2 g/kg. Hit the target, then spend the rest of your calories on training fuel and recovery.
Protein to lose fat
Cutting is where protein needs climb. When you drop calories, your body will happily burn muscle alongside fat unless you give it strong reasons not to, and high protein plus resistance training are the two best reasons. A good range during fat loss is 1.8 to 2.7 grams per kilogram of body weight, and the leaner and more aggressive your cut, the higher you should aim within it.
The evidence here is striking. In one controlled trial, young men in a steep 40 percent calorie deficit who ate 2.4 grams per kilogram of protein while training hard actually gained a little lean mass and lost more fat than a group eating half that. Contest-prep guidelines for very lean athletes go higher still, recommending 2.3 to 3.1 grams per kilogram of lean body mass, which for a lean person lands around the top of the by-weight range above.
There is a second payoff. Protein is the most filling of the three macronutrients, so a higher-protein diet keeps hunger more manageable when you are eating less. That is not a minor detail. The hardest part of fat loss is sticking with it, and feeling less hungry is what keeps people on track.
The two targets side by side

Notice that the fat-loss target sits above the muscle-building one. If you flip between phases, your protein should go up when you start a cut, even though your calories go down. Many people do the opposite by accident, easing off protein when they diet, and pay for it in lost muscle.
Making it work on the plate
Whichever phase you are in, the mechanics are the same. Build each main meal around a clearly protein-rich food, then close any gap with a snack. Total for the day is what counts, but spreading protein across 3 to 4 meals of 25 to 40 grams is a small bonus for muscle.
- Set your target from your goal. Building: aim near 1.6 g/kg. Cutting: aim higher, 1.8 to 2.7 g/kg, and toward the top if you are already lean.
- Anchor every meal with protein. A palm-sized portion of a protein-rich food at each meal gets you most of the way before you count anything.
- Fill the gaps with easy sources. Greek or soy yoghurt, cottage cheese, edamame, a protein shake, or a tin of beans close the last 20 to 30 grams quickly.
- Raise protein when you start a cut. Do not let protein fall with your calories. Push it up as you drop into a deficit to protect muscle.
Plant eaters hit these numbers with tofu, tempeh, edamame, seitan, lentils, and beans. Soy foods are complete proteins and need no combining. Because plant sources are a little less protein-dense, eat slightly larger portions, about 10 to 20 percent more overall, and mix a few sources across the day. A tofu or bean-based dinner swaps cleanly for a chicken one at either goal.
