When you lose weight, your body does not politely take it all from your fat. Given no reason to hold onto muscle, it burns some of that too, and muscle is the last thing you want to lose. The critical detail is intensity. In a deficit you feel weaker, so the instinct is to drop the weight and float through high-rep pump sets. That is a mistake. The heavy, challenging stimulus is exactly what preserves muscle, so you want to keep loads high and effort close to failure, even if you shave a little volume to manage fatigue.
Turning your cut into endless light circuits because you feel drained. Light, easy work does not tell your body to keep muscle. Keep the weights heavy and the effort high, and cut back on total sets before you cut back on load.
- Train each muscle group two to three times a week. Full-body sessions or an upper and lower split both do the job. Frequency helps keep the keep-the-muscle signal fresh through the week.
- Keep the weight challenging. Work in rep ranges you have to fight for, taking most sets close to failure. Protect load first, trim volume second if fatigue builds up.

Lever three: cut at a sensible pace
How fast you lose weight has a big say in what you lose. A large, aggressive deficit forces your body to find a lot of energy quickly, and in that scramble it takes more from muscle. A modest deficit lets fat cover most of the gap and gives your muscle a much better chance of surviving. Crash diets do not just feel awful; they actively strip lean mass.
A reasonable target for most people is losing somewhere around 0.5 to 1 percent of body weight per week. Leaner people should aim toward the slower end, since there is less fat to draw on and more risk of raiding muscle. It feels slower than a crash, but you arrive leaner, stronger, and far more likely to keep the result, rather than skinny-fat and rebounding.
Very low calories plus hours of cardio and no lifting is the classic recipe for losing muscle. You drop weight fast, but a big share is lean mass, your metabolism sinks, strength craters, and the weight returns easily. Slower and steadier protects the muscle and the result.
Lever four: sleep and recovery are not optional
This is the lever people ignore, and it matters more than it sounds. Sleep is when your body does much of its repair and recovery, and dieting is already a stressor. Skimp on sleep during a cut and you tilt the balance away from fat loss and toward muscle loss, so more of the weight you lose is the wrong kind. Poor sleep also drives hunger and cravings, which makes sticking to the diet harder.
You do not need to be perfect, just consistent. Aim for enough sleep on a regular schedule, keep hard training and life stress at a level you can actually recover from, and take rest days seriously. Recovery is when the muscle you are fighting to keep actually gets maintained.
