Macro calculators spit out three numbers and rarely explain them, so the moment your life changes, a new goal, a different training week, you have no idea how to adjust. The fix is to understand the order the numbers are built in. Protein comes first because it is anchored to your body weight. Fat gets a floor to protect your hormones. Carbohydrate fills whatever calories are left. Do it in that sequence and you can set, check, and tweak your own macros for any goal without ever touching a calculator you do not understand.
The short version
- Set macros in order: protein first from your body weight, then a fat floor, then carbs fill the remaining calories.
- Protein: aim for about 1.6 grams per kilogram of body weight for building or keeping muscle, up to 2.2 grams when dieting hard.
- Fat: keep a floor of roughly 0.6 to 1.0 grams per kilogram so hormones and vitamin absorption are covered. Below that for long is a bad idea.
- Carbs: whatever calories are left after protein and fat, converted to grams. This is your training fuel and it flexes most.

Step zero: know your calorie target
Macros are a way of dividing up calories, so you need a calorie target before you can split it. A rough, workable estimate for daily maintenance is 30 to 33 calories per kilogram of body weight for a moderately active person, though a proper calculator that includes your activity gives a better starting point. From there you adjust for your goal.

Treat this number as a starting estimate, not a fact. You confirm it by tracking your weight trend over two to three weeks and nudging calories up or down. Calculators and formulas are educated guesses built on population averages, so your true maintenance can sit a few hundred calories either side of the printed figure. That is fine. The number's job is to give you a sensible place to start, and the scale's job over a few weeks is to tell you whether the guess was right. With a calorie target in hand, the macro split is straightforward, because from here on you are just carving that total into three parts in a fixed order.
Step one: set protein from your body weight
Protein is first because it is the macro with the clearest evidence-based target and the most specific jobs: building and preserving muscle, and keeping you full. A large meta-analysis pooling 49 studies found that muscle and strength gains from training plateau at around 1.6 grams of protein per kilogram of body weight per day, with individual variation stretching the useful range up toward 2.2 grams.
The International Society of Sports Nutrition frames it as 1.4 to 2.0 grams per kilogram for most exercising people, rising to as much as 2.3 to 3.1 grams per kilogram to protect muscle during an aggressive diet. In practice, 1.6 is a strong default, and you move toward the higher end when you are cutting calories or are older, since ageing muscle responds less strongly to protein.

Every gram of protein is about 4 calories, so note both the grams and their calorie cost. For a 75-kilogram person at 1.6 grams per kilogram, that is 120 grams of protein, which is 480 calories. That figure comes off your total first.
Two adjustments are worth knowing. If you carry a lot of excess body fat, protein needs track more closely with lean mass than with total weight, so setting the target from your goal weight, or a value near it, keeps the number sensible rather than inflated. And if you are over about 60, nudge toward the higher end, because ageing muscle is less responsive to protein and needs a bit more of it to get the same signal. In both cases you are not changing the method, only where you land inside the range.
Step two: put a floor under fat
Fat is next, and here the goal is a floor rather than a precise target. Dietary fat is essential: it supports hormone production, and it is needed to absorb the fat-soluble vitamins A, D, E, and K. Cut it too low for too long and you can feel it in mood, recovery, and hormones. A sensible minimum is around 0.6 to 1.0 grams per kilogram of body weight.
For our 75-kilogram example, a floor of 0.8 grams per kilogram is 60 grams of fat. Each gram of fat carries about 9 calories, so 60 grams is 540 calories. Where you sit within the range is mostly preference. Some people feel better and find it easier to stick to a plan with more fat and fewer carbs, others the reverse. Both work as long as protein and total calories are right.
Very low fat diets, held for a long time, can disrupt hormones and vitamin absorption. Keep fat at or above your floor of roughly 0.6 grams per kilogram even when cutting. There is no prize for driving it to zero.
Step three: fill the rest with carbs
Carbohydrate is the flexible remainder. Once protein and fat are set, whatever calories are left over become your carbs. Carbs are your main training fuel, so within a fat-loss or muscle-gain plan they are what you scale up or down as your calorie target changes. There is no strict minimum for health in the way there is for protein and fat, which is exactly why they make the ideal buffer.
- Start from your calorie target. In our example, say 2,400 calories for maintenance.
- Subtract protein calories. 120 g protein times 4 is 480 calories. Remaining: 1,920.
- Subtract fat calories. 60 g fat times 9 is 540 calories. Remaining: 1,380.
- Convert the rest to carb grams. 1,380 calories divided by 4 calories per gram is about 345 g of carbohydrate.
So a 75-kilogram person at maintenance lands near 120 grams protein, 60 grams fat, and 345 grams carbohydrate. When you drop into a fat-loss deficit, protein stays put or rises slightly, fat holds near its floor, and carbs take most of the cut. That is the whole logic of adjusting macros: protect protein, defend the fat floor, move carbs.
This is also why the carb number looks big and a little alarming to people used to hearing carbs are the enemy. It is not a licence to live on sweets. Most of those grams should come from foods that bring fibre and micronutrients along with the energy: oats, rice, potatoes, fruit, wholegrains, beans, and lentils. The gram total tells you how much fuel you have to work with, and the quality of the food you fill it with is a separate, equally important decision. A day that hits its carb target from vegetables, fruit, and wholegrains lands very differently from the same grams of biscuits, even though the macro tracker cannot tell them apart.
Sanity-check against the official ranges
Finally, check your split against the Acceptable Macronutrient Distribution Ranges from the Institute of Medicine, the reference ranges used in public health. They are broad on purpose, but they catch anything wildly off.

A fitness-focused split often sits at the higher end for protein and toward the lower-to-middle for fat, which is perfectly within these ranges. If your numbers put protein at 45 percent of calories or fat at 10 percent, that is a flag to rebalance. Most sensible plans land comfortably inside the ranges without trying.
The order is identical if you eat plant based. Hit your protein grams with tofu, tempeh, seitan, lentils, beans, soy milk, and a plant protein powder, eating slightly larger or more varied portions since some plant sources are less protein-dense. Soy foods are complete proteins and need no special combining. Fat and carb steps do not change at all.
