Setting macros to build muscle is where a lot of people either eat too little to grow or so much that they just get fat. The sweet spot is narrower and calmer than the internet suggests. You need a small surplus of calories to give your body material to build with, enough protein to actually do the building, and enough carbohydrate to train hard session after session. Get those three right and most of your added weight is muscle rather than fat you will have to strip off later.

Step one: a small, deliberate surplus
To build new tissue, your body needs a bit more energy coming in than going out. That is the calorie surplus, and it is the starting point. But bigger is not better here. Beyond a modest surplus, the extra calories do not turn into more muscle; they turn into fat. The narrative review of off-season nutrition for lifters recommends a surplus of about 10 to 20 percent above maintenance, aiming for a slow, controlled gain.
Translate that into a pace you can watch on the scale. Aim to gain roughly 0.25 to 0.5 percent of your body weight per week. For an 80 kilogram person that is about 0.2 to 0.4 kilograms a week, which feels almost too slow, and that is exactly the point. Newer lifters can lean toward the higher end because they build muscle faster; experienced lifters should be more conservative, because they gain muscle slowly and any excess just becomes fat.
Eating with abandon feels like commitment, but muscle has a speed limit and the rest of a big surplus becomes fat. A lean, patient gain means more muscle kept and no miserable crash diet waiting for you later.
Step two: enough protein to build with
A surplus gives you the energy to grow, but protein is the raw material. The large 2018 review pooling 49 studies found that the muscle-building benefit of protein rises up to about 1.6 grams per kilogram of body weight per day and then plateaus, with a bit of individual variation extending the useful range higher. For building muscle, a target of 1.6 to 2.2 grams per kilogram covers everyone comfortably.

Spreading that protein across three or four meals of 25 to 40 grams each is slightly better than piling it into one sitting, and it is easier to eat anyway. This works fully on a plant-based diet: tofu, tempeh, seitan, edamame, lentils, beans, and soy milk all count, and soy foods are complete proteins that need no combining. Because some plant sources are a little less protein-dense, eat slightly larger portions and mix a few sources across the day to hit the same numbers.
Once you clear roughly 1.6 grams per kilogram, eating even more protein does not build extra muscle. The lever that keeps growing is your training: progressively harder, well-executed lifts. Food supports the work; it does not replace it.
Step three: carbs to train, moderate fat
With your surplus and protein set, the remaining calories go to carbohydrate and fat. In a muscle-gain phase, carbohydrate deserves a generous share, because it fuels hard training and helps you recover between sessions. This is the phase to eat carbs freely rather than fear them.
Keep fat moderate, roughly 0.5 to 1.5 grams per kilogram of body weight. Fat supports hormones and makes food enjoyable, but at 9 calories per gram it fills your surplus quickly, so overdoing fat leaves less room for the carbs that power your workouts. Once your fat sits in that range, funnel the rest of your calories into carbohydrate.
- Set your surplus. Estimate maintenance, then add about 10 to 20 percent to get your daily calorie target for gaining.
- Lock protein. Take 1.6 to 2.2 grams per kilogram, multiply by 4 for calories, and reserve them.
- Set moderate fat. Choose 0.5 to 1.5 grams per kilogram, multiply by 9, and reserve those calories.
- Give the rest to carbs. Whatever calories remain, divide by 4 for your carb grams. This is your training fuel, so keep it generous.
A worked example you can copy
Say you weigh 75 kilograms, your maintenance is around 2,600 calories, and you set a 15 percent surplus, giving a target of roughly 3,000 calories a day. Here is how the macros land.

That is a strong muscle-gain setup: enough protein to build, a comfortable fat intake, and a large carb budget to power heavy sessions and recovery. Fill it mostly with whole foods, and do not neglect fibre and fruit and vegetables just because the calorie target is high; steady digestion and micronutrients matter for training and health, not only muscle. If your weight is climbing faster than about 0.5 percent a week, your waist is growing more than your lifts, so trim 150 to 200 calories from carbs or fat.
Track two things over a month: your average weekly weight and whether your working weights are going up. If weight is creeping up slowly and your lifts are improving, your macros are right. If the scale jumps but the bar does not, ease the surplus back.
