Most people try to progress by adding weight every session. It works for a few weeks, then it does not, and they are left grinding a weight they cannot quite handle, wondering what went wrong. Double progression fixes this by using two dials instead of one. You climb reps first, and only when you have earned it do you add weight. It sounds almost too simple, but that simplicity is the point: it is a rule that tells you exactly what to do every single session, and it corrects itself when you push too hard.

Say you can bench a certain weight for three sets, and your target range is 8 to 12 reps. Week one you get 8, 8, 7. You keep that same weight. Over the next few weeks you push toward 12, 12, 12. The session you finally hit 12 on all three sets with clean form, you add a small amount of weight next time, and you will probably land back around 8, 9, 8. Now you climb again. The weight only ever goes up when your reps have proven you are ready for it.
The rep range is a window of acceptable difficulty. The bottom is heavy enough to build strength. The top is a signal that says the weight has become too easy and it is time to add load. You live inside the window and let it tell you when to move.
Why it works better than forcing weight up
The appeal of adding weight every session is speed. For a true beginner it even works for a while, because a new lifter's nervous system adapts fast and strength climbs quickly. But that runway is short. Soon you reach a weight you cannot add to cleanly, and single progression has no answer except to grind, fail, and get frustrated.
Double progression has a built-in answer, because it separates earning the weight from adding the weight. You keep training productively at a given load, accumulating reps and hard work, until your body has clearly adapted. This matters because the total amount of hard work you do, your training volume, is one of the main drivers of muscle growth. Reviews find a graded relationship: within reason, more hard sets and reps for a muscle produce more growth. Double progression quietly banks that volume while you wait to earn the next jump.
It also fits how progress really happens. You can build muscle and strength by adding load or by adding reps, and both work when the effort is there. How to run double progression, step by step
- Choose a rep range for each exercise. A 3 to 5 rep range is common. For strength on big lifts try 4 to 6. For general muscle work, 8 to 12 is a reliable default. For smaller isolation moves, 10 to 15 works well.
- Pick a starting weight you can control at the bottom of the range. You should be able to hit the low end of the range on every set with a rep or two still in reserve. If you cannot reach the bottom number, the weight is too heavy.
- Keep the weight fixed and add reps each session. Chase the top of the range on all sets. Some weeks you add one rep across a couple of sets. That still counts as progress. Log every session so you can see the climb.
- Hit the top of the range on all sets, then add weight. When you get, say, 12, 12, 12 with good form, add the smallest jump you can next time. On upper-body lifts that might be a small microplate. On lower-body lifts a slightly larger jump is fine.
- Reset to the bottom and climb again. The new weight should drop your reps back toward the bottom of the range. That is correct. Rebuild your reps over the coming weeks and repeat the loop.

Picking your rep ranges
The range you choose shapes what you build, but the effect is smaller than people think. Muscle grows across a wide span of rep ranges as long as sets are taken close to failure. So the range is really about what is practical and enjoyable for a given lift, not about unlocking a secret.
- Big compound lifts (squat, deadlift, bench, row): a lower range like 4 to 6 or 5 to 8 keeps the focus on strength and the reps manageable when heavy.
- Machine and dumbbell movements: 8 to 12 is the classic middle ground, enough reps to feel the muscle, few enough to stay hard.
- Isolation work (curls, lateral raises, calf raises): 10 to 15 or even 12 to 20 works well, since these are hard to load heavily and respond fine to higher reps.
A range like 8 to 20 is too wide to be useful, because the jump you add after 20 reps is trivial relative to the work. Keep the top and bottom within about 4 to 6 reps of each other so the signal to add weight stays meaningful.
What to do when even this stalls
Double progression does not make you immortal. Eventually you will spend several weeks stuck at, say, 11 reps, unable to reach the top of the range. That is a normal plateau, not a failure of the method, and it has simple fixes.
- Take a lighter week. Back the weight off for a few sessions to recover, then return and the reps often come.
- Shrink the jump. If you keep overshooting and crashing, your weight increments are too big. Use smaller plates so the reset is gentler.
- Swap the movement. Rotate to a close variation for a while, then come back. A fresh stimulus often breaks the stall.
- Check the basics. Chronic stalls are usually about sleep, food, and stress more than the exercise itself.
The strength of double progression is that it keeps you honest without a spreadsheet full of percentages. It gives you one clear instruction every session, adds weight only when you have proven you can, and forgives you when life gets in the way. For most people, most of the time, that is the whole game.
