Linear progression is the closest thing strength training has to a cheat code, and it only works for a while. The idea is almost insultingly simple: do the same handful of lifts, and add a small amount of weight every single session. For your first few months of training this genuinely works, session after session, and it is the fastest way a beginner ever gets strong. The problem is that most people either run it badly and stall in week three, or run it too long and refuse to let go when it has clearly stopped working. Both mistakes are avoidable.

- Linear progression means adding a small, fixed jump every session on a few big lifts. For beginners it works because early strength gains come fast.
- Start lighter than your ego wants. The whole method depends on having room to keep adding weight for months.
- Progress lower-body lifts faster than upper-body lifts, because bigger muscles can absorb bigger jumps.
- When you miss reps, do not just try harder. Follow a reset rule: repeat, then deload about 10 percent and climb back.
- The program has an expiry date. Once resets stop rescuing you, you have graduated to needing a more varied plan.
What linear progression actually is
Linear progression means the load goes up in a straight line over time. You pick a few compound lifts, a target set and rep scheme such as three sets of five, and each session you add the smallest useful jump of weight while keeping the reps the same. Next session, add again. That is the entire engine.
It works for beginners for a specific reason. When you are new, most of your early strength gains come from your nervous system learning to fire muscle more effectively, not from building new tissue. This makes progress fast and, crucially, daily. A trained lifter cannot add weight every session because their body needs longer to adapt. A beginner can, and linear progression is built to harvest exactly that window.
Linear progression is a beginner and early intermediate tool. If you have been training hard for a year or more and your lifts crawl, you have likely outgrown it. That is not failure, it is graduation, and the last section covers what comes next.
Setting it up so it lasts
The single most common way people ruin a linear progression is starting too heavy. It feels good to load a challenging weight on day one. It also means you burn through the easy gains in a fortnight and stall before the method has done its job. Start lighter than feels necessary and let the automatic jumps carry you up.
The second key idea is that not all lifts progress at the same speed. Bigger muscle groups can absorb bigger loads and bigger jumps. Your squat and deadlift will climb faster than your bench and overhead press, so you use different increments for each.

Notice the overhead press. It is the lift most likely to teach you what micro-plates are for, because a full 2.5 kilogram jump is often too much for the small muscles involved. Fractional plates of half a kilo or less let you keep the line going long after whole plates would stall you.
Using the same jump on every lift because it is tidy. Adding a squat-sized jump to a press as often as to a squat guarantees your press stalls first and drags the session down. Match the jump to the lift.
The reset rule that keeps you moving
Sooner or later you will fail to hit your reps. This is not a crisis, it is a scheduled event, and it is where most people panic and start grinding, adding accessory work, or blaming their sleep. What you actually need is a mechanical rule you follow without emotion.
- First miss: repeat the weight. Do not add load next session. Try the same weight again. Often you just had a bad day and you will get it.
- Second miss in a row: repeat once more. Give the weight one final attempt. Fatigue, sleep, and food all wobble day to day, and a third try sometimes lands.
- Third miss: deload and climb back. Drop the weight by about 10 percent, then resume adding your normal jumps. You will re-approach your sticking point stronger, with fresh momentum, and usually punch through it.
- Slow the jumps if you keep stalling. If resets get frequent, switch that lift to micro-plates. Smaller jumps buy you weeks or months of extra linear progress.
Backing off then rebuilding lets you accumulate more quality volume at slightly lighter loads, which is what actually drives the next jump. Grinding the same failed weight over and over mostly builds frustration. A planned step back is a step up.
Knowing when it has expired
Linear progression is designed to be outgrown. The clearest sign is when your resets stop rescuing you: you deload, climb back, and stall at the same place again, and again. When adding weight every session is no longer something your body can recover from, the method has given you everything it had. That is a milestone, not a failure.
At that point your body needs more time between hard efforts and more variation in how you load. The next step is usually a program that progresses over weeks rather than sessions, cycling intensity and volume instead of just piling on weight. The American College of Sports Medicine's guidance on progression describes exactly this shift: novices progress fast on simple loading, while more advanced lifters need periodised, varied programming to keep adapting.
Do not rush this transition and do not cling to it either. Ride linear progression for every session it will give you, because nothing else builds a beginner's strength faster. Then, when the resets run dry, move on with the base it built.
Most people get a good few months of near-continuous progress from a well-run linear progression, sometimes longer on lower-body lifts. There is no fixed number. The lifts themselves tell you when you are done, if you follow the reset rule honestly.
