For decades the rule was simple: stretch before you exercise or you will get hurt. It turns out that rule was mostly wrong. Holding long stretches before you train does not reliably prevent injury, and it can leave you a little weaker for the sets that matter. That does not mean you should skip your warm-up. It means the warm-up you were told to do was the wrong one. Here is what the evidence actually says, and what to do with your first ten minutes instead.
The short version
- Long static stretches before a workout do not reliably prevent injury, and can briefly reduce strength and power.
- The drop matters most with holds of 60 seconds or more per muscle, and it fades within an hour or so.
- What you actually want before training is a warm-up: light movement, then dynamic drills, then ramp-up sets.

Where the stretch-first rule came from
The idea that you must stretch before exercise is one of the stickiest bits of gym folklore. It sounds obvious: a looser muscle should be a safer muscle. Coaches taught it, gym teachers enforced it, and generations grew up reaching for their toes before a run because that was simply what you did.
The trouble is that when researchers finally tested it properly, the story did not hold up. Stretching a cold muscle and holding the position does not do the two jobs people assumed. It does not reliably stop you getting hurt, and it does not prepare you to perform. In some cases it quietly makes the next hard effort a touch harder.
There is a big difference between stretching and warming up. Stretching is holding a muscle at length. Warming up is raising your temperature, opening the joints you are about to use, and rehearsing the movement. You need the second one. You do not need the first one before you train.
What static stretching before training actually does
Static stretching means settling into a lengthened position and holding it, usually for 30 seconds or more. Done right before a session, two things are worth knowing.
First, it can cause a short-term dip in strength and power. In a large review of the acute effects of stretching, static holds were linked with a small average performance drop, and the effect grew with longer holds. Brief stretches under about 60 seconds barely moved the needle, while longer holds cost more. So the question is not whether static stretching is evil, it is whether you want to spend your warm-up on the one thing that can leave you slightly weaker.
Second, and this is the part that surprises people, stretching before exercise has not been shown to reliably prevent injury on its own. Reviews of randomised trials found that stretching before activity did not produce a meaningful reduction in injury risk. A proper warm-up that raises your temperature and rehearses movement has better support than a few pre-session stretches ever did.

What to do with your first ten minutes instead
Skipping static stretching is not the same as skipping your warm-up. You still want to walk into your first working set warmer, more mobile, and ready to produce force. A dynamic warm-up does all three, and it takes about the same amount of time.
- Two to three minutes of easy movement. A brisk walk, an easy bike, a light row, or some skipping. The point is to raise your heart rate and temperature a little, not to tire yourself out.
- Dynamic drills for the joints you are about to use. Leg swings and hip openers before squats, arm circles and band pull-aparts before pressing, walking lunges with a reach for almost anything. Move through the range under control, 8 to 12 times each.
- Ramp-up sets of the actual lift. The best rehearsal for a heavy squat is lighter squats. Build up in a few sets from an empty bar to your working weight. This is often the single most useful part of the whole warm-up.
2 minutes easy cardio, then leg swings, walking lunges with a reach, hip openers, arm circles, and band pull-aparts, then ramp-up sets. Under 8 minutes, and it prepares you for almost any session without a single long static hold.
When a short stretch before training does help
This is not a blanket ban on stretching before you lift. There is a real exception. If a specific tight position is stopping you from getting into a good lifting position, a short targeted stretch can help you reach it.
The classic example is ankles that will not let you sit into a deep squat, or a tight lat that pulls you out of a clean overhead position. A brief stretch of that one area, kept well under a minute and followed by some loaded movement, can open the position without the strength cost that comes from long, general stretching of everything.
- Keep it specific. Stretch the one joint that is limiting the movement, not your whole body.
- Keep it short. Well under 60 seconds per stretch keeps the temporary strength dip small.
- Follow it with movement. After a targeted stretch, do a few ramp-up reps of the lift so you finish warm and ready, not lengthened and cold.
Doing several minutes of long static stretches as your entire warm-up, then walking straight into heavy sets. You arrive slightly weaker and no better prepared. Swap those holds for movement, and save your longer stretching for later.
Where flexibility work still belongs
None of this makes stretching pointless. If you want to build lasting range in a tight area, static stretching two to three days a week genuinely works over time. The issue is only ever timing.
Put your longer stretching after training, when a brief strength dip does not matter, or in its own separate session. Then your warm-up can stay dynamic and your flexibility work can stay static, and neither steps on the other. You get the mobility you want without paying for it right before your heaviest sets.
Before training: dynamic movement and ramp-up sets to get ready. After training or separately: static stretching to build range. Keep the two jobs in their own time slots and each one works better.
