The chin up is the underhand cousin of the pull up, and that one change of grip does more than people expect. Turning your palms to face you brings your biceps into the pull far more strongly, so a chin up trains your back and your arms hard in the same movement. It is also, for most people, a little easier than a pull up, which makes it the smarter place to start if you are chasing your first rep. But easier does not mean it forgives sloppy form. Half reps, kipping swings, and chins that never straighten the arms are everywhere. Done properly, from a full hang to your chin clearing the bar, the chin up is one of the most complete upper body exercises there is.

What a chin up trains, and why the grip matters
A chin up and a pull up both train the big pulling muscles of your back, mainly the latissimus dorsi down your sides, along with the muscles around your shoulder blades and the rear shoulder. The difference is the arm. When your palms face you in a chin up, your biceps are in a strong position to help, so they take on much more of the load.
This is not just a feeling. Studies comparing grips report that the supinated, palms-toward-you chin up grip produces greater biceps activation than the overhand pull up grip. Your lats still do plenty of work in both, but the chin up is the version that genuinely builds your arms while it builds your back. That is why it is such an efficient choice: two of the muscles people most want to grow, trained hard in one movement.
Chin up: underhand grip, palms toward you, more biceps. Pull up: overhand grip, palms away, a touch more emphasis on the outer back and width. Neither is better. The chin up is the more bicep-friendly and usually the more beginner-friendly of the two.
How to do a proper chin up
The whole rep lives between two positions done fully: a straight-armed hang at the bottom and your chin clearly over the bar at the top. Skip either end and you leave most of the value on the table.
- Grip underhand, about shoulder width. Palms facing you, hands roughly shoulder width apart. Wrap your thumbs around the bar for a secure grip.
- Start from a full dead hang. Arms completely straight, hanging from the bar. Then set your shoulders by pulling your shoulder blades down, as if tucking them into your back pockets, before you pull. This protects the shoulder and switches your back on.
- Pull your elbows down toward the floor. Drive the elbows down and slightly in, and think about pulling your chest up toward the bar rather than just bending your arms. Your shoulder blades pull down and together as you rise.
- Finish with your chin over the bar. Keep going until your chin is clearly above the bar and your upper chest is near it. Do not stop halfway. That top few inches is where a lot of the back and bicep work happens.
- Lower all the way, under control. Come down slowly to a full straight-arm hang. The lowering half of the rep builds a lot of strength and size, so do not just drop.
A chin up done from a dead hang to a chin-over-the-bar finish trains a fuller range of motion, and reviews of range of motion generally favour training the full range for muscle and strength. Two clean full reps are worth more than five bouncy half reps.
Common mistakes and how to fix them

If your reps have gone short and swingy, it is almost always a sign you have run out of clean strength for that set. Stop the set there. Ragged half reps do not build much, and they are how shoulders and elbows get cranky. End each set while your reps are still full and controlled.
If you cannot do one yet
Not being able to do a chin up yet is completely normal, and it is one of the most trainable things in the gym. The key is to build the movement rather than repeatedly failing at it. You want to spend time under the exact positions a chin up asks for, gradually taking on more of your own weight.
- Slow lowers. Jump or step up so your chin starts over the bar, then lower yourself as slowly as you can to a full hang. Lowering is where you are strongest, so this builds the pattern fast. Aim for a slow 3 to 5 second descent.
- Band-assisted chin ups. Loop a resistance band over the bar and put a knee or foot in it. The band gives you the most help at the bottom, where you are weakest, and less near the top. Move to a lighter band as you get stronger.
- Assisted machine or a partner. A chin up assist machine or a partner supporting your feet lets you do full-range reps with just enough help to complete them cleanly.
- Dead hangs and holds. Simply hanging, and holding the top position with your chin over the bar, builds the grip and the strength to own both ends of the range.
Throwing yourself at the bar and failing rep after rep mostly builds frustration. Assisted full-range reps and slow lowers build the actual strength. Train the movement two or three times a week and your first clean chin up tends to arrive sooner than you expect.
How to program chin ups for growth
Because a chin up hits your back and biceps together, it fits neatly on a back day, a pull day, or even an upper body day, usually near the start when you are fresh.
- Sets and reps: 3 to 4 sets of as many clean reps as you can, or a fixed number like 5 to 8, stopping while form is still good, suits growth well.
- Add load when it gets easy. Once you can do around 10 to 12 clean reps, hang a dumbbell between your feet or use a dip belt so you keep working in a challenging range.
- Or add reps and sets if bodyweight is still plenty. Progress is progress, whether it comes from more weight or more clean reps.
- Two or three sessions a week works well while you are building the movement or chasing more reps, with a day of rest between hard sessions.
Chin ups and pull ups complement each other. Chin ups lean more on the biceps and are a great everyday builder, while pull ups shift a little more onto the outer back. Rotating both over your training keeps your pulling strong and balanced.
