The squat rewards good technique like almost no other exercise, and it punishes bad technique just as reliably. Most people who feel stuck on their squat, whose legs will not grow or whose numbers will not climb, are not lacking effort. They are leaking progress through small technical faults that repeat on every rep. The frustrating part is that these mistakes rarely announce themselves. Your set still feels hard, you still walk away tired, but the work is landing in the wrong places or falling short of the range that actually builds muscle. 1. Cutting the depth short
This is the big one. Stopping high, well above parallel, is the single most common reason squats fail to build legs. A training study comparing squat depths found that deep squats produced greater growth in the quads, glutes and adductors than half squats. The bottom of the squat is where your muscles are under the most stretch and doing the most work, and it is exactly the part people skip. The fix: lower until at least the crease of your hip drops to the top of your knee (parallel), and deeper if your mobility allows. Lighten the load if you need to in order to earn the depth.
2. Bouncing out of the bottom
Dropping fast and using a hard bounce at the bottom to rebound up feels powerful, but it swaps muscle work for momentum. You skip tension in the exact range that builds the most. The fix: control the descent over about 2 to 3 seconds, own the bottom position, then drive up with intent. A brief controlled pause at the bottom is a great way to break the bounce habit.
3. Rising your hips first (the good-morning squat)
If your hips shoot up first out of the bottom and your chest folds toward the floor, the squat has turned into a good-morning and dumped the load onto your lower back. It usually means the weight is too heavy or your legs are giving up before your back. The fix: think about driving your chest up and your hips and shoulders rising together. If it keeps happening, drop the weight and rebuild the pattern.
Mistakes at the knees and feet
4. Letting your knees cave inward
Knees collapsing toward each other as you stand up is a leak of force and a stress you do not want on the knee. It often comes from weak glutes or simply not thinking about it. The fix: actively push your knees out so they track over your toes, and spread your feet into the floor. A cue like "spread the floor apart with your feet" works well. Warming up the glutes first helps too.
5. Trying to keep your knees behind your toes
This is a myth that actively hurts your squat. For most people, and especially in a deep squat, the knees travelling forward past the toes is normal and safe. A classic study found that when lifters forced their knees to stay behind their toes, knee torque dropped a little but hip and lower back load shot up dramatically. In other words, blocking the knees just moves the strain somewhere worse. The fix: let your knees travel forward naturally as you descend, keeping your heels down and your knees tracking over your toes.
6. Heels lifting off the floor
If your heels come up and your weight shifts onto your toes, you lose your stable base and shift stress to the knees. This is usually an ankle mobility limit or a stance issue, not a strength one. The fix: keep your whole foot planted and drive through your midfoot and heel. Improving ankle mobility helps, and in the meantime a small heel raise, such as flat shoes with a raised heel or a thin wedge, lets many people squat deeper with heels down.
Setup and bracing mistakes
7. Not bracing your core
Squatting with a loose midsection is like firing a cannon from a canoe. Without a braced core, force leaks and your spine has no stable base. The fix: before each rep, take a big breath into your belly and brace your abs hard, as if bracing to take a light punch. Hold that pressure through the rep and breathe out near the top. This is one of the fastest ways to add stability and confidence under the bar.
8. A stance that does not fit you
There is no single correct squat stance. Hips are built differently, and a stance that lets one person hit a clean deep squat will feel awful for another. Too narrow, too wide, or toes pointed wrong, and depth and comfort both suffer. The fix: experiment. For most people, feet around shoulder width with toes turned out slightly, somewhere around 15 to 30 degrees, is a good starting point. Adjust width and toe angle until you can reach depth with your heels down and knees tracking over your toes.
9. Resting the bar in the wrong place
Balancing the bar too high on your neck, or gripping so wide the bar rolls around, makes the whole lift unstable and uncomfortable. The fix: rest the bar on the meat of your upper back, on your traps or just below them, not on the bony part of your neck. Pull your shoulder blades together to build a shelf of muscle for it to sit on, and grip at a width that lets you create that shelf without strain.

10. Letting your ego pick the weight
Almost every mistake above gets worse the moment the bar is too heavy. Load you cannot control is what makes depth vanish, hips shoot up, knees cave, and the brace collapse. Chasing a number your technique cannot yet support does not build your legs faster; it builds bad habits and stalls you.
If your form falls apart on the last reps of a set, the weight is teaching your body the wrong pattern. Leave a rep or two in the tank and keep every rep clean. Progress made with good technique compounds. Progress faked with bad technique stalls, and often ends in a tweak that costs you weeks.
