When someone hands you a macro plan, say 180 grams of protein, 200 of carbs, 60 of fat, those numbers feel like a rule carved in stone. They are not. They are a calculation based on three inputs: the body you had that day, the training you were doing, and the goal you were chasing. Every one of those inputs moves on its own schedule. Keep eating for the person you were three months ago and progress stalls, and it looks like a mystery when it is really just arithmetic catching up.

The classic mistake is treating the first plan as permanent, then wondering why the progress that came easily for six weeks suddenly dried up.
Three things move underneath a macro target. Your body weight changes, which changes every number calculated from it. Your goal changes, which changes how the calories should be split. And your body adapts to a sustained diet, which changes how much energy it actually needs. Ignore all three and you end up eating precisely for a person who no longer exists.
Macros are a starting point you adjust with real-world feedback, not a recipe you obey. If the scale, the mirror, and your gym numbers are not doing what you want over a few weeks, the targets are the thing to change.
Your weight changes, so your numbers do too
The single biggest driver is body weight. Both your calorie needs and your protein target are calculated from what you weigh, so as the number on the scale moves, everything downstream of it should move too. Lose 8 kilograms on a cut and the calorie intake that once produced a real deficit is now close to your new maintenance. The loss slows, then stops. It looks like a plateau, but it is really your smaller body needing less fuel.
A lighter body burns fewer calories at rest and costs less to move around. That is not a malfunction, it is physics. The practical answer is to recalculate from your current weight rather than the weight you started at.

Those maintenance figures are rough estimates, because real needs depend on your activity, but the direction is what matters: drop from 90 to 80 kilograms and your maintenance falls by hundreds of calories a day. A good habit is to re-run the numbers every time your weight has moved by about 5 percent in either direction.
Your goal changes, so the split changes
Macros are not just a calorie total, they are how that total is divided between protein, carbohydrate, and fat. When your goal changes, the division should change with it. Cutting, gaining, and maintaining are three different jobs, and running fat-loss macros while trying to build muscle is like driving with the handbrake on.
- Fat loss: calories go below maintenance, protein stays high or climbs to protect muscle, and carbs and fat absorb most of the cut. Carbs usually take the bigger hit so training still has some fuel.
- Muscle gain: calories go into a modest surplus, carbohydrate rises to power hard training and recovery, and protein stays high without needing to climb forever.
- Maintenance: calories sit at maintenance, protein stays steady, and carbs and fat flex around your appetite and training days.
Protein deserves special mention because it moves in a way that surprises people. In a deficit your protein target per kilogram often goes up, not down, even as your body weight falls, because higher protein is what protects muscle when calories are scarce. Randomised trials in dieters have pushed protein as high as 2.4 grams per kilogram of body weight to preserve or even add lean mass during an aggressive cut, well above the roughly 1.6 grams that maximises muscle gain when calories are plentiful.
Your body fights back over a long diet
Even if your weight held perfectly still, a long stretch of eating less would still change your energy needs. When you diet for weeks, your body defends its fat stores by trimming energy expenditure by more than the weight loss alone would predict. You fidget less, move less between workouts, and your daily burn quietly drops. Researchers call this adaptive thermogenesis, or metabolic adaptation.
This is not a broken metabolism, and it is not permanent. It is a normal, reversible response to an energy shortage. But it is real, and it means the deficit you carefully set in week one erodes over a long phase. Combine it with the falling calorie needs of a lighter body and you have two forces pushing your old macros toward maintenance at the same time.
When progress slows, resist the urge to instantly slash calories again. A planned break at maintenance for a week or two can ease some of the adaptation and make you fresher for the next push. Then recalculate and drop calories from the new, honest starting point rather than the old one.
How to keep your macros current
You do not need to obsess over this. A handful of simple habits keeps your numbers honest without turning nutrition into a spreadsheet you dread.
- Recalculate protein from your current weight. Every time the scale has moved about 5 percent, re-run your protein target from the new weight, not the one on your original plan.
- Judge a change over 2 to 3 weeks. Use a weekly average of daily weigh-ins, not a single day. Day-to-day swings from water and food volume will fool you into changing things too soon.
- Move the lever that fits the goal. Stalled fat loss usually means trimming carbs or fat while keeping protein high. Stalled muscle gain usually means adding carbs to fuel the extra work.
- Change one thing at a time. Adjust either calories or the split, then wait and watch. Change everything at once and you will not know what actually worked.
- Re-anchor after each phase. Finishing a cut or a bulk resets the picture. Recalculate maintenance at your new weight before starting the next phase.
Signs your macros are out of date
You rarely need to guess whether your numbers have expired. The feedback is usually sitting in plain sight.
- The scale has not moved in 3 or more weeks despite genuinely hitting your targets.
- You have switched goals, from cutting to gaining or the reverse, but you are still eating the old numbers.
- Your weight has changed by 5 kilograms or more since you set the plan.
- You feel constantly flat in the gym on a cut, or you have stopped gaining strength on a bulk.
- Your life changed, a new job, more or less activity, a new sport, but your macros did not.
If fat loss stalls, the answer is not always fewer calories. Sometimes it is a diet break, sometimes it is more daily movement, and sometimes it is simply recalculating for the smaller body you now have. Cutting deeper and deeper by reflex is how people end up eating far too little, feeling awful, and still not progressing.
