Hitting a protein target is not a willpower problem, it is a structure problem. People who fall short rarely lack discipline; they just start the day slow, snack on the wrong things, and try to make up the whole gap at dinner. By then it is too late, because a single meal can only do so much. The good news is that the leaks are predictable. Once you know where the grams go missing, closing the gap is a matter of a few small swaps rather than a heroic effort at 8pm.

First, check your target is right

A lot of people quietly target the old minimum of 0.8 grams per kilogram of body weight, which is only a floor to prevent deficiency. The amount that actually helps you build and keep muscle is roughly double: about 1.6 grams per kilogram, the point a large review found the muscle benefit levels off.
For a 75 kilogram person that is a jump from 60 grams to about 120 grams. If you have been hitting 90 and feeling frustrated, you may not be failing at all, you may be measuring against the wrong line. Fix the target first, then fix the habits.
For most active people, aim for around 1.6 grams of protein per kilogram of body weight per day. During fat loss, nudge toward the higher end, about 1.8 to 2.2 g/kg, to protect muscle and stay full.
Leak one: the featherweight breakfast
The first meal is where most days are lost. Toast, cereal, porridge, fruit, and coffee can be a filling breakfast with barely 10 grams of protein. Start 20 grams behind and you spend the rest of the day chasing, which almost never works.
There is a muscle reason to fix this too, not just a bookkeeping one. A study feeding people the same total protein either spread evenly or skewed toward dinner found that the even pattern produced 25 percent more 24-hour muscle protein synthesis. Front-loading some protein at breakfast is not just easier arithmetic, it works better.

Leak two: snacks that do nothing
Snacks are the second big leak, and they are pure opportunity. Crisps, biscuits, fruit, and crackers add calories and almost no protein. Because most people snack twice a day, that is two chances to add 15 to 25 grams that are being wasted on food that does not move the number.
Swapping snacks is the highest-leverage fix because it does not change your meals at all. Keep protein-rich options within reach and the choice makes itself.
- Greek yoghurt or skyr, about 17 grams a pot, is the easiest win.
- A shake, soy or whey, adds 20 to 25 grams in under a minute.
- Edamame or roasted chickpeas, a warm or crunchy plant snack at 10 to 15 grams.
- Cottage cheese on crackers or with fruit, around 11 grams per 100 grams.
- A handful of seeds like pumpkin or hemp for a quick 8 to 10 grams on top of something else.
Make at least one snack a day a deliberate protein snack. That single habit adds 15 to 25 grams and is usually the difference between missing and hitting your target.
Leak three: hoping dinner saves the day
The final leak is the belief that a big dinner can fix a low day. It cannot. There is a practical ceiling on how much protein a single meal contributes to muscle, so piling 70 grams onto one plate is less useful than spreading it out. The evidence points to roughly 0.4 grams per kilogram per meal across at least four meals as the way to reach your daily total effectively.
In plain terms, a 75 kilogram person is better served by four meals of around 30 grams than by two of 45 and one of nothing. The fix is not to eat more at night, it is to move some of that protein earlier so no single meal is doing an impossible job.
- Anchor breakfast. Get 20 to 30 grams into the first meal so you start level, not behind.
- Make lunch a real meal. A palm-sized protein plus a legume or dairy element, around 30 grams, keeps the day on track.
- Add one protein snack. Yoghurt, a shake, or edamame for 15 to 25 grams in the gap that usually gets wasted.
- Let dinner be normal. With the earlier meals doing their share, dinner only needs its own 30 grams, not a rescue mission.
Find your own leak in three days
You do not have to track forever. Log everything you eat for three honest days, protein grams only, and the pattern will jump out. Almost everyone finds the same shape: a light morning, empty snacks, and a dinner carrying too much weight. Once you see your specific leak, you can fix it and stop tracking.
This works for plant-based eaters too. If you eat vegetarian or vegan, the leaks are identical, and so are the fixes, just with yoghurt, soy, legumes, tofu, and seeds in the anchor roles. Because plant sources are a little less dense, aim slightly higher on your total and keep an eye on breakfast especially, where plant-based days tend to run lightest.
People routinely overestimate the protein in mixed meals. A pasta dish, a sandwich, or a salad can feel protein-rich while delivering little. When in doubt, name the protein anchor in every meal out loud. If you cannot, the meal is probably light.
