Almost everyone starts out believing the ache means it worked. You try a new exercise, you can barely walk down stairs for two days, and it feels like undeniable evidence of muscle being built. But delayed onset muscle soreness, the stiffness that shows up a day or two after training, is a poor guide to growth. It mostly tracks how unfamiliar or damaging a session was, not how much muscle you built. Chase it, and you end up rewarding novelty and punishment over the steady, progressive work that actually grows muscle.

What soreness actually is
The ache you feel a day or two after training has a name: delayed onset muscle soreness (DOMS). It comes largely from unfamiliar or lengthening (eccentric) work, the kind that stresses the muscle in ways it is not used to. That is why a brand-new exercise, a big jump in volume, or a session with lots of slow lowering leaves you wrecked, while your usual routine barely touches you.
The tell is right there in that pattern. The very same workout that crushes you the first time you do it produces almost no soreness a few weeks later, once your body has adapted. If soreness measured growth, that would mean you stopped growing. In reality you kept growing while the soreness faded. Soreness is tracking novelty, not results.
Soreness mostly reflects how unfamiliar a session was, not how much it grew you. As you repeat a workout, the soreness drops fast while your muscle keeps responding.
Why muscle damage is not the goal
Soreness is often taken as a stand-in for muscle damage, and muscle damage is sometimes assumed to be what builds muscle. Both links are shakier than they sound. Soreness is an unreliable measure of actual damage, and damage itself is at best a weak, indirect contributor to growth, not the main driver.
The main driver of muscle growth is mechanical tension: challenging your muscles with meaningful load through a full range, close enough to failure to recruit the fibres that grow. Damage is more of a side effect of hard, novel training than a goal to chase. Deliberately maximising damage, and the soreness that comes with it, mostly buys you time spent too sore to train the muscle well again.

Growth is built by tension, effort, and progression, not by wreckage. Some soreness is normal, especially with new work, but it is a byproduct, not the objective.
Why chasing soreness backfires
The real damage of using soreness as your target is what it does to your decisions. When soreness becomes the scoreboard, you start optimising for the wrong things, and each one quietly undercuts your progress.
- You reward novelty over progression. To stay sore, you keep changing exercises. But growth comes from getting stronger at movements over time, not from constant novelty that resets your progress.
- You interrupt your own recovery. Training a muscle so hard it stays sore for days can mean you cannot train it again while it is still fresh, cutting your effective weekly volume.
- You misread easy-to-sore muscles. Some muscles, like hamstrings and quads, get sore easily, while others, like delts, rarely do. Chasing soreness pushes you to overwork the first group and neglect the second.
- You add junk fatigue. Extra soreness without extra growth is just cost. It makes your next sessions worse without giving you anything back.
Changing your program constantly to keep feeling sore. Each new exercise resets you to the awkward, weaker starting phase. Consistency and progression on a stable set of movements build far more muscle than a rotating menu that keeps you aching.
What to track instead
If soreness is a bad scoreboard, you need a better one. The good news is that the real signals of growth are things you can write down and watch climb.
- Track your load and reps. Log the weight and reps for your key lifts. When these trend up over weeks, you are progressing, whether or not you feel sore.
- Aim for hard, close-to-failure sets. Most working sets should end within a few reps of failure. That effort, not the next-day ache, is what recruits the growth-prone fibres.
- Hit enough weekly volume, then repeat it. Roughly 10 or more hard sets per muscle per week for most people. Keep the exercises stable so you can actually progress them.
- Watch your measurements and mirror over months. Muscle shows up slowly. Photos, tape measurements, and how your training weights climb tell the real story better than soreness ever will.
- Use soreness only as a caution flag. If you are so sore you cannot train a muscle well, that is a sign to dial back, not push harder. It is a limiter, not a target.
Pick a stable set of exercises, take your sets close to failure, and add weight or reps over time. If you do that, some soreness will come and go on its own, and you can safely stop caring how sore you feel.
