Feeling wrecked after a workout tells you that you worked. It does not tell you that you built muscle. Those are different things, and the gap between them is where most stalled progress lives. If you are training hard and not growing, the cause is almost always one of a handful of fixable problems, and none of them is your genetics.
The short version
- Being sore or exhausted is not proof of growth. Muscle grows from hard sets, progressed over time, plus enough food and rest.
- The most common culprit is not pushing sets close enough to failure. Leaving 5 or more reps in the tank rarely grows much.
- If the weights, reps, or sets are not going up over the months, your muscles have no reason to change. Progression is the engine.
- You cannot build much muscle in a big calorie deficit or on too little protein. Aim for roughly 1.6 to 2.2 grams of protein per kilo of bodyweight.
- Sleep and recovery are where growth happens. Program hopping every few weeks quietly resets your progress to zero.
Reason one: your sets are not hard enough
This is the most common reason, and the most surprising to people who feel like they are already trying hard. Muscle grows in response to sets taken close to the point where you could not do another clean rep. If you routinely stop a set with 5 or more good reps still in you, the stimulus is weak, no matter how out of breath you feel.
A large review of the research found that muscle growth increases as you train closer to failure. In practice, most of your hard sets should end with roughly 0 to 3 reps in reserve, meaning you could have done zero to three more before form broke down. Many people who think they train hard are actually stopping well short of that, often because the last few reps are uncomfortable and easy to talk yourself out of.
On your last set of an exercise, ask honestly: could I have done 4, 5, or more reps? If yes, add weight or push further next time. The last few reps of an effective set should feel slow and genuinely hard, not smooth.
Reason two: nothing is progressing
Your body changes because it is forced to. If you lift the same weights for the same reps and sets month after month, your muscles have already adapted and have no reason to grow further. This is why the same routine that built muscle in your first year stops working in your second.
The fix is progressive overload: over time, the demand has to creep upward. That can mean more weight on the bar, more reps at the same weight, or more hard sets across the week. It does not have to happen every session, but the trend across months has to point up. If you are not tracking your lifts, you almost certainly cannot tell whether it is, which is a problem in itself.

Write down your sets, reps, and weights. It turns a vague feeling of "I think I am getting stronger" into a clear record you can push against. You cannot progressively overload a number you never wrote down.
Reason three: too little (or too much) volume
Volume, meaning the number of hard sets you do per muscle each week, is one of the strongest levers for growth. The dose-response research shows that, up to a point, more weekly sets means more growth. A common effective range is roughly 10 to 20 hard sets per muscle per week, spread across two or more sessions.
Two failure modes are common. Some people do only 3 or 4 sets for a whole muscle group each week and wonder why it does not grow. Others do so much that they cannot recover, and the extra sets pile on fatigue without adding muscle. If every session leaves you flat and your lifts are dropping, you may be past your useful volume, not short of it.
More sets only help while the sets stay hard and you can recover from them. Adding half-hearted extra sets you cannot progress just costs you recovery. Quality first, then add volume where you are actually growing.
Reason four: food, especially protein and calories
You can do everything right in the gym and still not grow if the raw materials are missing. Building muscle needs enough protein to repair and add tissue, and generally enough total energy to be at or slightly above the calories you burn.
For protein, the evidence points to roughly 1.6 to 2.2 grams per kilogram of bodyweight per day for people training to build muscle. Below that, muscle gain is blunted. This is very achievable on a plant-based diet as well as an animal-based one. Good sources include the obvious chicken, fish, eggs, dairy, and lean meat, and equally the plant options: tofu, tempeh, seitan, lentils, beans, edamame, soy milk, and a scoop of soy or pea protein when convenient. Plant eaters simply spread protein across a few sources and eat a bit more total, since some plant sources are less concentrated.

On calories, trying to build noticeable muscle while eating in a large deficit is an uphill fight. Beginners and people returning from a break can sometimes gain muscle and lose fat at once, but experienced lifters usually need at least maintenance calories to grow. If the scale, your lifts, and your measurements are all flat for months, undereating is a prime suspect.
Reason five: recovery and consistency
Muscle is not built during the workout. It is built in the days after, while you rest and sleep. Chronically short sleep, constant stress, and never taking a lighter week all blunt the growth you earned in the gym.
- Sleep. Aim for 7 to 9 hours. Poor sleep raises fatigue, lowers training quality, and impairs recovery. It is one of the most underrated muscle-building tools you have.
- Rest days. Muscles need time between hard sessions for a group. Training the same muscle to failure every single day is not dedication, it is interference.
- Consistency over months. Visible muscle takes time. Most people need several months of steady, progressive training before the mirror clearly changes.
- Stop program hopping. Switching plans every three weeks means you never stay on anything long enough to progress it. Pick a sensible program and run it for months.
Chasing a new "optimal" routine every few weeks feels productive and quietly kills progress. Almost any reasonable program works if you run it long enough to add weight and reps. Boredom is not a training problem, it is a patience problem.
