This is one of the most argued questions in the gym. One camp swears by the classic bodybuilder split, one brutal session per muscle each week. The other says you have to hit everything at least twice. The research has a calmer answer than either side: once you match the total number of hard sets, how you spread them out matters surprisingly little for growth. What frequency really changes is how easy it is to do good sets in the first place.

What the research actually found
The clearest way to test frequency is to hold total weekly volume the same and only change how it is split. When studies do that, the picture is consistent. A 2019 meta-analysis that only looked at volume-equated studies found that training frequency had no meaningful independent effect on muscle growth. Whether people did their sets once, twice, or three times a week, the muscle grew about the same as long as the weekly total matched.
An earlier meta-analysis from 2016 did find an edge for training twice a week over once. The catch is that many of those studies were not perfectly volume-equated, so the higher-frequency groups often ended up doing more total work. Read together, the two reviews tell a tidy story: the apparent frequency benefit is mostly a volume benefit in disguise.
Frequency is a tool for delivering volume, not a separate growth stimulus. If two plans have the same number of hard sets per week, expect similar growth regardless of how many days they are spread over.
So why does twice a week feel better?
If frequency itself does not drive growth, why do so many good lifters swear by hitting muscles twice? Because of what happens inside a single hard session. The first few sets are your best. By the time you reach set eight or ten for the same muscle, the weight is dropping, your form is drifting, and reps are getting slower. Those late sets still cost recovery, but they buy less growth.
Split that same work across two days and every set lands while you are fresh. Ten quality sets almost always beat ten sets where the last four were a grind. That is the whole mechanism. Twice a week is not a cheat code, it is just an easier way to keep your sets hard.
If your one weekly session for a muscle has turned into a slog where the last sets barely resemble the first, that is your signal to split it. You are not adding a magic stimulus, you are rescuing the sets you were already wasting.
When once a week is fine, and when to split
Frequency should follow your volume needs, not the other way round. The more hard sets a muscle needs, the more sense it makes to spread them out.

Notice that none of these are about frequency being special. They are all about protecting set quality. A beginner doing 8 sets of squats a week is perfectly fine training legs once. An advanced lifter chasing 18 sets for their back will get far more out of two or three sessions than one heroic marathon.
How to set your frequency in practice
Here is a simple way to choose, starting from volume rather than from a rule about days.
- Decide your weekly sets first. Pick a target for each muscle you care about, for example somewhere in the 10 to 20 hard sets range that the volume research supports.
- Split anything above about 10 sets. If a muscle needs more than roughly 10 quality sets, plan to train it at least twice so no single session is overloaded.
- Match frequency to your gym days. Three days a week fits a full-body or upper-lower plan with most muscles hit twice. Five or six days suits a split with muscles hit once or twice each.
- Judge by set quality, not by feel. If your last sets in a session are collapsing in weight and form, add a day. If every set is crisp, your current frequency is doing its job.
- Do not chase ever higher frequency. There is no good evidence that four or five sessions per muscle beats two once volume is matched. More days is only useful if it helps you fit in quality volume.
Adding a second session for a muscle should redistribute your sets, not double them. If you were doing 12 hard sets once a week, twice a week means roughly 6 and 6, not 12 and 12. Jumping to 24 sets is a volume change, not a frequency one, and it can outrun your recovery.
