Few gym arguments are as stubborn as how often to train each muscle. One camp swears by hitting each muscle once a week and blasting it, the old bodybuilder split. Another insists that twice or more is clearly superior. Both sides quote studies, sometimes the same studies, and reach opposite conclusions. The honest answer, once you actually read the research, is less dramatic than either side. Frequency matters, but mostly as a tool for fitting in your volume, and once volume is equal the frequency itself does surprisingly little.

What frequency actually means
First, a definition, because the debate gets muddy without one. Training frequency here means how many times per week you train a given muscle, not how many days per week you go to the gym. You could train six days a week and still only hit chest once, or train three days a week and hit chest in all three. The question on the table is about the muscle, not the calendar.
This distinction is the whole reason the debate is so confused. When people ask whether they should train more often, they are usually tangling two different things: how often each muscle gets worked, and how much total work each muscle gets per week. Those are separate dials. To think about frequency clearly, you have to hold total weekly volume, your hard sets per muscle per week, constant and ask what changing only the frequency does.
The only fair frequency question is: if I do the same total sets for a muscle each week, does it matter whether I spread them across one, two, or three sessions? Almost everything useful in the research comes from studies built exactly this way, with volume matched.
What the research swung on
Here is where the back-and-forth comes from, and it is a good example of science correcting itself. A widely cited 2016 meta-analysis pooled the studies available at the time and concluded that training a muscle twice a week produced more growth than once a week. That result became gospel, and you still hear it repeated as settled fact: twice beats once, full stop.
The complication is that many of those early studies did not fully match volume between the once and twice groups, so the higher-frequency groups often did more total work. When a larger 2019 meta-analysis from the same research group looked specifically at studies that equated volume, the clear advantage for higher frequency mostly vanished. With total weekly sets held equal, once versus twice a week produced similar growth. The lesson was not that the first study lied. It was that the apparent frequency effect was largely a volume effect wearing a disguise.

So why does frequency still matter?
If frequency itself does not directly add growth, you might conclude it is irrelevant. That would be the wrong lesson. Frequency matters a great deal, just not in the way the marketing suggests. Its value is practical: it is the tool that lets you actually accumulate the volume that does drive growth, with quality sets rather than exhausted ones.
Think about it in numbers. Suppose you want 12 hard sets for your back this week. You can do all 12 in one session, but by set eight or nine you are tired, your form is drifting, and the last few sets are noticeably weaker. Split those same 12 sets across two days and every set is fresher, so the quality is higher and the total stimulus is likely better even though the volume is identical. Higher frequency is how big weekly volumes stay useful instead of collapsing into junk sets.
- It keeps sets fresh. Spreading volume means fewer fatigued, low-quality sets at the end of a long session.
- It scales with volume. The more total sets a muscle needs, the more you benefit from splitting them across days.
- It fits your schedule. Frequency is a lever for slotting training into the days you actually have, not a magic growth setting.
- It suits some muscles. Smaller muscles that recover fast, like calves or forearms, often tolerate and even prefer more frequent work.
How to actually choose your frequency
With the theory settled, the practical choice is refreshingly simple. Decide your weekly volume per muscle first, then pick the frequency that lets you hit it with good, fresh sets and fits your life. Here is a sensible way to land on it.
- Set volume before frequency. Decide roughly how many hard sets each muscle needs per week, around 10 as a starting point, then work out how to fit them in. Volume is the goal; frequency serves it.
- Default to twice a week. For most people and most muscles, training each muscle two times a week splits the volume nicely and keeps sets fresh. It is a safe, effective default that also happens to match how many people structure their week.
- Go higher only if volume is high. If a muscle needs a lot of weekly sets, or it is a fast-recovering small muscle you want to bring up, three sessions can help you spread the load without grinding.
- Let your split follow. An upper-lower or push-pull-legs structure naturally hits each muscle around twice a week. Pick the split that lands your target frequency and fits your available days, not the other way around.
The frequency debate generates far more heat than it deserves. Once your volume is right and your sets are hard and fresh, the exact frequency is a minor detail. Consistency and progressive overload will out-perform any clever frequency scheme you fuss over.
